Every week I get some version of the same question: "I'm 52 and my FTP is 265 watts — is that any good?" And every week I give some version of the same answer: good compared to what?

The FTP benchmark tables that circulate on cycling forums and social media are almost all built from datasets dominated by riders in their 20s and 30s. They map nicely onto Coggan's classic training categories. They are not wrong. But if you are 48 or 56 or 63, they tell you almost nothing useful about where you stand, what is realistic, or whether your numbers are moving in the right direction. A 280W FTP at 42 with three years of structured training is a completely different story to 280W at 62 with twenty years of racing behind you. Same number, different meaning.

I have recorded over 1,400 episodes of this podcast. A significant portion of those conversations have been with sports scientists, coaches, and athletes who specialise in masters performance — Joe Friel, Stephen Seiler, and dozens of coaches working with riders over 40 every day. The picture that emerges is consistent: generic benchmarks mislead masters cyclists in specific, predictable ways. This post is the corrective. The problem with generic FTP benchmarks

The standard Coggan power profile classifies cyclists into categories: untrained, fair, moderate, good, very good, excellent, exceptional, world class. These tiers are based on W/kg — watts per kilogram of body weight — and they are broadly useful as a reference. The problem is that they are age-agnostic. A "good" male cyclist is listed at roughly 3.5-4.0 W/kg regardless of whether that rider is 28 or 58.

That framing breaks down for masters cyclists in three specific ways.

First, it ignores the physiological reality of aerobic decline. VO2max drops with age. Muscle fibre composition shifts. Hormonal profiles change. A 58-year-old holding 3.5 W/kg is, in age-adjusted terms, outperforming a 28-year-old at the same number by a substantial margin. The generic table does not capture that.

Second, it ignores training history. A 50-year-old who started structured training at 47 is in a fundamentally different position to a 50-year-old who has been racing since university. The first rider has three years of adaptation banked and enormous headroom. The second has twenty-five years of adaptation and is managing a very different curve. Same age, same potential FTP, completely different contexts.

Third, generic benchmarks create demoralising targets. A 60-year-old rider who sees "good = 3.5 W/kg" and knows his tested FTP puts him at 2.9 W/kg might conclude he is mediocre. In reality, 2.9 W/kg at 60 with consistent training places him firmly in the top quartile of his age cohort. The number is the same; the meaning is transformed by context.

The masters FTP benchmark tool exists because a single number without context is worse than useless. It can actively discourage riders who are performing well for their age and training history.

Age-adjusted W/kg percentiles by decade

The data below draws from the longitudinal research of Pollock, Trappe, and Hagberg on masters endurance athletes, cross-referenced with population-level power data from platforms like Intervals.icu, TrainingPeaks, and the masters racing datasets that coaches like Friel have published. These are not precise to the decimal — individual variation is enormous — but they represent honest ranges for trained amateur male cyclists who are riding 6-10 hours per week with some structure.

Riders in their 40s (40-49)

The decline from peak is modest in this decade if training remains consistent. Most riders in their 40s who train with structure are within 5-10% of their lifetime best, and many are still improving because they only started training properly in their late 30s or early 40s.

  • 50th percentile: 3.0-3.4 W/kg
  • 75th percentile: 3.6-4.0 W/kg
  • 90th percentile: 4.2-4.6 W/kg

At the 90th percentile, you are looking at strong masters racers — riders who are competitive at regional and national level. The 50th percentile is a well-trained club rider who does group rides at pace and finishes sportives comfortably. The 25th percentile is a rider who trains but without much structure, or who has only recently started.

Riders in their 50s (50-59)

This is where the decline becomes measurable but where training status creates the widest separation. A well-trained 55-year-old and an untrained 55-year-old might differ by 40% or more in W/kg. The trained rider is declining slowly; the untrained rider has fallen off a cliff.

  • 75th percentile: 3.3-3.7 W/kg
  • 90th percentile: 3.9-4.3 W/kg

A 50-year-old at 3.0 W/kg is solid. A 58-year-old at 3.0 W/kg is impressive. Context within the decade matters, too — the difference between 50 and 59 is not trivial. Use the age-grade calculator if you want a finer resolution than these decade bands provide.

Riders in their 60s (60-69)

The 60s bring more pronounced physiological change. VO2max decline accelerates slightly, sarcopenia becomes harder to outrun without strength training, and recovery capacity drops further. But riders who have maintained consistent, structured training through their 50s still hold numbers that would surprise most younger riders.

  • 25th percentile: 1.8-2.2 W/kg
  • 50th percentile: 2.4-2.8 W/kg
  • 75th percentile: 3.0-3.4 W/kg
  • 90th percentile: 3.5-3.9 W/kg

At the 90th percentile in this decade, you are looking at riders who are competitive at national masters championships. These are exceptional athletes who have trained consistently for decades. But even the 50th percentile — 2.4-2.8 W/kg — represents a rider who is still riding strongly, completing challenging sportives, and holding their place in group rides.

A note on female benchmarks: These ranges shift approximately 10-15% lower for female cyclists at equivalent training levels, consistent with the physiological differences in VO2max and lean body mass. The decline rates with age are similar. A well-trained 50-year-old female cyclist at 2.6-3.0 W/kg is at the same relative position as a male at 3.0-3.3 W/kg. The natural FTP decline curve

The question every masters cyclist asks eventually: how fast should I expect to lose power? The answer depends on who you are asking about.

For untrained adults — people who were active in their 20s and 30s and then stopped — the decline in aerobic capacity is roughly 10-15% per decade from the mid-30s onwards. This is the number that gets quoted in generic health articles and it is accurate for the sedentary population. It is not accurate for you if you are reading this, because you are still training.

For continuously trained endurance athletes, the research converges on a decline of approximately 5-8% per decade. Pollock's longitudinal data on masters runners showed ~5% per decade. Trappe's work on swimmers found similar rates. Cycling-specific data from masters time trial championships suggests the same band. Joe Friel's data from decades of coaching masters athletes, published in Fast After 50, sits in this range.

That difference — 5-8% versus 10-15% — is the gap between the inevitable and the preventable. Half the decline is biological ageing. The other half is detraining, lifestyle, and accumulated poor choices. You cannot stop the biological clock. You can stop the other half.

In practical terms: if your tested FTP at 45 was 300W, a well-maintained decline would put you at approximately 276-285W at 55 and 255-270W at 65. Those are meaningful drops, but they are not the catastrophic collapse that riders fear. And they assume you were already well-trained at 45 — if you were not, the curve looks very different because you have improvement headroom layered on top of the age decline.

Stephen Seiler's research on the Norwegian masters dataset reinforced this pattern. The riders who maintained high-intensity training — not just volume, but real threshold and VO2max work — showed the flattest decline curves. Volume alone does not protect your ceiling. Intensity does. That is a critical distinction for masters cyclists who drift towards easy riding as they age, often precisely because the hard sessions feel harder than they used to. They are harder. Do them anyway.

How training volume affects the decline rate

Not all training hours are equal, but hours matter. The data is consistent: riders who maintain 8-10 hours per week of structured training through their 40s and 50s lose far less power per decade than those who drop to 4-5 hours of unstructured riding.

Friel's data from Fast After 50 showed that masters athletes who maintained both volume and intensity declined at the low end of the 5-8% range. Those who maintained volume but dropped intensity declined faster. And those who dropped both — the weekend-warrior pattern of a big ride on Saturday and nothing else — declined at rates approaching the untrained population.

The mechanism is not complicated. VO2max is largely a function of cardiac output and peripheral oxygen extraction. Both respond to training stimulus. Remove the stimulus and both decline. The threshold work that supports FTP is even more sensitive — threshold fitness decays faster than base aerobic capacity, which is why a rider who has been off the bike for three months often finds their endurance is still reasonable but their threshold power has cratered. For masters cyclists, the practical implication is that consistency matters more than peak volume. Eight hours every week, year-round, with two intensity sessions and the rest endurance, will produce a flatter decline curve than alternating between 15-hour weeks in summer and 3-hour weeks in winter. The yo-yo pattern does not just waste the high-volume weeks; it accelerates the decline because you spend months every year in a partially detrained state. This is also where indoor training earns its place. I know — nobody wants to hear that Zwift or TrainerRoad or a dumb turbo is the answer. But for a 50-year-old with a full-time job and family commitments, the ability to complete a structured 75-minute session at 6am on the turbo before work is what keeps the volume consistent through the dark months. The riders I see holding the best numbers past 50 are almost universally the ones who have integrated indoor training into their year-round schedule rather than treating it as a last resort.

When a drop signals overtraining versus ageing

This is the question that keeps masters cyclists awake at night. Your FTP dropped. Is this it? Is this the decline starting? Or is something else going on?

The speed of the drop is the clearest diagnostic.

A sudden drop — more than 5% in six to eight weeks — is almost always recoverable. It is not age. It is almost certainly one of the following: accumulated fatigue from insufficient recovery between hard sessions; a low-grade illness or infection that has not fully cleared; life stress (work, family, sleep disruption) suppressing your training response; or nutritional inadequacy, particularly under-fuelling.

Most masters cyclists I speak to on the podcast underestimate how much their recovery needs have shifted since their 30s. The training stimulus that produced adaptation at 35 produces breakdown at 50 if the recovery is not proportionally increased.

A gradual decline — 3-5% over a full year, with consistent training — is more likely to be age-related. But even here, investigate before accepting it. Check your training structure: have you unconsciously dropped intensity? Many riders do, because threshold work simply feels worse as they age, and they substitute more endurance riding without realising they have removed the stimulus that maintains FTP. Check your body composition: have you gained weight? A 3kg gain turns a 3.3 W/kg rider into a 3.15 W/kg rider with no change in absolute power. Check your testing protocol: are you testing in the same conditions, at the same time of year, with the same freshness?

The pattern I see most often among the masters riders in the Roadman community is a false attribution. A rider trains hard for six months, gets tired, backs off, loses fitness, tests lower, and concludes that age has caught up. What actually happened is that they overreached, under-recovered, and detrained. That is not ageing. That is bad periodisation. And it is fixable.

When the decline is actually age-related, it looks like this: you are training consistently, sleeping well, recovering adequately, and your FTP still drifts down by 2-3% over a season. That is normal. That is the 5-8% per decade showing up in real time. Accept it, adjust your training zones accordingly, and focus on rate of change rather than absolute numbers.

Realistic improvement targets by training history

How much can you improve? That depends almost entirely on how long you have been training with structure.

Less than 3 years of structured training (any age): This is where the largest gains live. A 55-year-old who has been riding for twenty years but only started following a structured plan two years ago can realistically improve FTP by 10-20% over the next two to three years. They have an enormous base of aerobic fitness from years of riding, but they have never systematically trained their threshold or done structured intensity work. The ceiling is much higher than they think. Run an FTP test to establish a current baseline and build from there.

3-7 years of structured training: Gains of 3-8% per year are realistic, depending on how well the previous years were structured. This is the window where periodisation refinement, strength training integration, and recovery optimisation produce the most return. The low-hanging fruit of "just train with structure" has been picked; now the gains come from doing the right kind of structure at the right time.

7-15 years of structured training: Gains are harder to find. Year-on-year improvement of 1-3% is realistic and should be celebrated, not dismissed. At this stage, many riders are actually fighting a holding action — maintaining their FTP against the age decline is itself a significant achievement. A 58-year-old who has been training with structure since 45 and is holding 3.2 W/kg is performing at a high level, even if the number has not moved in three years.

15+ years of structured training: The primary goal shifts from improvement to deceleration. You are managing the decline, not reversing it. Success looks like losing less than 5% per decade. The riders who achieve this are the ones who maintain intensity, prioritise recovery, do their strength work, and refuse to let volume consistency waver. They are not chasing numbers from ten years ago. They are benchmarking against the rate of decline, and they are winning.

The mistake I see repeatedly is the rider with twenty years of training comparing himself to the rider with three years of training and wondering why the newer rider is improving faster. Of course he is. He has twenty years of adaptation headroom that you have already captured. Your job is different from his job. Recognise that.

Absolute watts versus W/kg as you age

This is one of the most common traps for masters cyclists: chasing a raw watts number from their 30s while ignoring what has happened to their body composition.

Body weight tends to increase with age. Metabolism slows. Lean mass declines if strength training is not maintained. Fat mass tends to increase, particularly visceral fat. A rider who weighed 72kg at 35 and held 290W (4.03 W/kg) might weigh 78kg at 55 and hold 275W (3.53 W/kg). The absolute watts drop is 15W — about 5%, perfectly consistent with a well-managed age decline. But the W/kg drop is 12%, because the weight gain has amplified the decline.

This is why W/kg is the more honest metric for masters cyclists. It captures what is actually happening on the road: how fast you go uphill, how well you hold a wheel in a group, how your performance feels relative to the terrain. A rider fixated on getting back to 290W is chasing a number that was partly a function of being lighter, younger, and hormonally different. A rider focused on holding or improving their W/kg is working with the variable they can actually influence.

Plug your current numbers into the W/kg calculator and compare them to the age-adjusted percentiles above. Then look at both sides of the equation. Can you gain 10W through better training? Probably. Can you lose 2kg through better nutrition without compromising performance? Often. The combination of gaining 10W and losing 2kg moves W/kg far more than either alone. That is where realistic improvement lives for most masters cyclists — the intersection of modest power gains and modest weight management.

The exception is the very lean rider who does not have weight to lose. For that rider, absolute watts is the only lever, and the focus should be entirely on training quality, recovery, and strength work. But most masters cyclists I encounter are not in that position. Most are carrying 3-5kg more than they did at their lightest, and addressing that through consistent fuelling — not restrictive dieting, but matching intake to expenditure — moves the W/kg needle meaningfully.

How to benchmark against your own trajectory

Population percentiles are interesting. Your own trend line is useful. That is the fundamental distinction.

The most valuable thing a masters cyclist can do is maintain a longitudinal record of their tested FTP, their body weight at time of testing, and therefore their W/kg. Test under consistent conditions — same protocol, same time of year, same approximate freshness — and build a dataset that tracks your personal rate of change.

Here is what a healthy trajectory looks like for a well-trained masters cyclist: FTP declining at 2-4% per year from the late 40s onwards, with occasional periods of stability or even slight improvement when training structure is optimised, and occasional dips during illness, life stress, or overtraining that recover within 8-12 weeks.

Here is what a concerning trajectory looks like: FTP declining at 5%+ per year, without clear explanation from training disruption or life events. That rate of decline warrants investigation — blood work (testosterone, thyroid, iron studies, vitamin D), sleep assessment, and a hard look at whether training intensity has quietly disappeared from the programme.

A 60-year-old at 3.0 W/kg might have an age-graded equivalent of 3.6-3.8 W/kg at age 30 — which places them firmly in the "very good" category on any benchmark table. That reframing matters psychologically. You are not declining. You are maintaining an exceptional level relative to your physiology.

The riders who age best in this sport are the ones who shift their competitive reference from external to internal. They stop asking "how do I compare to other cyclists?" and start asking "how does this year compare to last year?" That shift protects motivation, directs training attention to the right variables, and removes the demoralising effect of comparing yourself to riders who are fifteen years younger.

Your FTP at 55 does not need to match your FTP at 40. It needs to represent the best version of what your 55-year-old physiology can produce, given your training, your recovery, your life constraints, and your commitment. If you are within 5-8% per decade of your trained peak, you are doing this right. If you are declining faster than that, something is fixable — and it is probably not your age.

The numbers that actually matter

I will close with the framework I use when a rider asks me whether their FTP is good enough.

First: is your FTP tested properly? A ramp test, a 20-minute test with the 0.95 correction, or a full 60-minute effort under controlled conditions. Not estimated from a Strava segment. Not extrapolated from a group ride. Tested. Use the FTP test protocol guide if you are not confident in your current number.

Second: what is your W/kg, not just your watts? Calculate it honestly with your actual body weight, not your race weight from 2019.

Third: where does that W/kg sit in the age-adjusted percentiles for your decade? Not the generic Coggan table — the age-adjusted ranges above.

Fourth: what is the trend? Is your W/kg stable year-on-year? Declining slowly? Declining fast? The trajectory matters far more than any single snapshot.

Fifth: are you training consistently? Eight to ten hours a week, year-round, with intensity included? If not, the single highest-return intervention is not a new training plan or a power meter upgrade — it is consistency.

The masters cyclists who thrive are not the ones with the highest FTP. They are the ones who understand what their numbers mean in context, who train consistently with appropriate intensity, who recover with the same discipline they apply to training, and who measure themselves against their own trajectory rather than against the internet.
