  • The science is properly encouraging. Muscle memory is real -- myonuclei persist for years. Most comeback riders reach 85-90% of previous fitness within 10-14 weeks if they resist the urge to race the process.
  • The injury risk sits in weeks two to five. Your cardiovascular system comes back faster than your tendons and ligaments. The legs feel ready for hard efforts that the connective tissue is not. Zone 2 only for the first month. Boring saves you.

You remember what it felt like. The snap of cleating in. The first two pedal strokes where the whole machine starts rolling. The moment the road opens up and you settle into a rhythm that makes everything else in your head go quiet.

Then life happened. A back injury, a new job, a kid, a year where the bike just sat there collecting dust in the garage. Maybe longer than a year. Whatever the reason, the riding stopped and now you're back — or thinking about coming back — and the gap between who you were on the bike and who you are right now feels enormous.

I've worked with hundreds of comeback riders through our coaching, and I've spoken to thousands more across 1,400-plus podcast episodes. The pattern is remarkably consistent. The first ride is a shock. The second ride is slightly less of a shock. By week two, the ego kicks in and the trouble starts.

This guide is about doing it properly. Not a week-by-week training plan — I've written that separately in the 12-week comeback plan. This is the bigger picture. The physiology of how fitness actually returns, the psychology that trips up almost every comeback rider, the injury risks that nobody warns you about until it's too late, and a framework for building back sustainably so the comeback sticks.

You Are Not Starting From Zero

The single most important thing to understand about coming back to cycling after a break is that you are not a beginner. Your body remembers.

This is not motivational fluff. The science behind muscle memory is concrete and well-documented. When you trained before, your muscle fibres recruited satellite cells that donated their nuclei — extra control centres for protein synthesis. Those nuclei persist for years, possibly decades, even when the muscles themselves atrophy. Research from Kristian Gundersen's lab at the University of Oslo demonstrated that these myonuclei survive extended periods of detraining, which is why previously trained muscle rebuilds faster than muscle that was never trained in the first place.

For cyclists specifically, three things persist through a long break:

Neural pathways. The pedalling pattern, the recruitment sequence of glutes, quads, hamstrings, and calves — your nervous system retains the motor programme. You do not need to relearn how to pedal efficiently. Within a few rides, the coordination comes back.

Capillary density. The network of tiny blood vessels that deliver oxygen to working muscles takes months to build and months to fully regress. After a six-month break, you retain more of this network than you might expect. The infrastructure for oxygen delivery is still partially in place.

Mitochondrial biogenesis potential. While mitochondrial density does decline with detraining — measurably within three to four weeks — the cellular machinery for rebuilding mitochondria reactivates faster on a second pass. Your cells have done this before. They know the drill.

The practical implication: a rider who held 280 watts FTP two years ago and has done nothing since is not in the same position as someone who has never ridden a bike. The comeback rider has a physiological head start that translates into faster adaptation at every stage. Prof. Stephen Seiler's research on training intensity distribution shows that the aerobic base — the deep endurance adaptations — is the most durable layer of fitness. It fades slowly and it comes back first.

But — and this is the part most comeback riders miss — you are also not where you left off. The cardiovascular detraining is real. The detraining timeline is worth reading in full, but the headline is that VO2max drops roughly 7% within the first two to three weeks of complete inactivity, driven mainly by a rapid fall in blood plasma volume. After several months, that decline deepens. The top end goes first and comes back last.

So you occupy this strange middle ground. Better off than a novice. Worse off than you were. Both of those things are true at the same time, and accepting both is the first psychological task of the comeback.

The Physiology of Coming Back

Understanding what happens inside your body during the first weeks back makes the whole process less frustrating. When you know why you feel a certain way at a certain point, you can make better decisions about training load and intensity.

Week One: The Cardiovascular Surge

Within the first few days of riding again, your cardiovascular system starts responding. Blood plasma volume increases, stroke volume improves, and resting heart rate begins to drop. This is the fastest-adapting system in the body, and it creates a dangerous illusion: after three or four rides, your heart and lungs feel ready for more.

They are ready for more. The problem is that everything else is not.

Weeks Two to Four: The Tissue Lag

Tendons, ligaments, the deep postural muscles that stabilise your pelvis on the saddle, the connective tissue around your knees and hips — all of these adapt on a much slower timeline. Four to six weeks minimum for meaningful structural adaptation. Bone density changes take even longer.

This is the timing mismatch that wrecks comeback riders. Your engine says go. Your chassis says wait. The riders who listen to the chassis make it through. The riders who listen to the engine end up with patellar tendinitis, IT band syndrome, or lower back pain that sends them straight back to the sofa.

Weeks Four to Eight: Mitochondrial Rebuild

Mitochondrial density — the density of the tiny power plants inside your muscle cells that produce aerobic energy — begins measurably increasing within two to three weeks of consistent training, but the meaningful gains accumulate through weeks four to eight. This is when the aerobic engine starts to feel like it's coming back. Rides that felt desperate in week two start to feel manageable. The pace at which your heart rate sits steady drops. Perceived exertion at a given wattage begins to fall.

If you've been patient through the first month, this is the reward phase. The adaptation curve steepens because your tissues can now tolerate enough training load for the aerobic system to respond properly.

Weeks Eight to Twelve: Top-End Return

VO2max and threshold power are the last pieces to come back. They require intensity to rebuild, and intensity requires a base that can absorb it. This is why the first month of easy riding is not wasted time — it is the prerequisite for everything that follows.

By week eight, if the base work has been consistent, your body is ready for tempo, then threshold, then (carefully) VO2max efforts. The top-end sharpness that makes you feel like yourself again on a climb or in a fast group ride — that is a weeks-nine-to-twelve adaptation, and rushing it does not make it arrive sooner.

The Psychology Nobody Talks About

The physical side of a comeback is well-understood. The psychological side is where most riders actually fail, and almost nobody writes about it honestly.

The Ghost of Your Former Self

Every comeback rider carries a mental image of who they used to be on the bike. The watts they held, the climbs they conquered, the group rides they sat comfortably in. That image becomes a benchmark, and benchmarks become weapons you use against yourself.

When I had Joe Friel on the podcast, he made a point that stuck with me. He said the athletes who come back best are the ones who treat the comeback as a new chapter, not a restoration project. You are not trying to recover your old self. You are building a new version of yourself that happens to have a head start.

Practically, this means: do not look at old power files. Do not reference your old FTP. Do not tell riding partners what you used to average. Set a new baseline from the first proper test and measure forward from there. Progress is progress regardless of where the starting line sits.

The Week Three Wall

Almost every comeback rider hits a motivational wall around week three. The novelty of being back has worn off. The fitness gains feel invisible. The gap between effort and reward feels enormous. You are tired from tissue adaptation but the numbers on screen look no better than week one.

This is normal. This is physiology doing exactly what it should. The visible gains come from week four onwards — you just have to ride through the flat spot to get there.

Ego on Group Rides

The most dangerous moment in a comeback is the first group ride. You know you cannot hold the pace you used to, but when the road tilts up and wheels start drifting away from you, the temptation to dig beyond what your body is ready for is overwhelming.

My advice: delay group rides until week five minimum. Ride alone or with one patient friend for the first month. When you do rejoin a group, choose the slower one. The riders in the Roadman community who come back most successfully are the ones who protect their ego by removing the situations that trigger it.

Redefining Success

For the first four weeks, success is not watts, speed, or distance. Success is sessions completed. Three rides this week? That is a win. Four rides next week? Better. Consistency across a four-week block? You are ahead of 90% of comeback riders who quit before they get to the part where it starts working.

Track process, not outcomes. When Dan Lorang talks about how he structures return-to-training protocols with his World Tour athletes after injury layoffs, the metrics he watches first are compliance and load tolerance — not power output. If it works for a Tour de France contender, it works for you.

Injury Risk in the First Month

The data on comeback injuries is consistent across sports medicine literature. The highest-risk window is weeks two through five. This is when cardiovascular fitness has outpaced tissue adaptation, training load is climbing, and motivation is driving decisions that physiology cannot support.

The Three Most Common Comeback Injuries

Patellar tendinitis. Knee pain below the kneecap, typically worsening on climbs or when pushing bigger gears. Caused by connective tissue that hasn't adapted to the repetitive loading. Prevention: stay in easier gears with a cadence above 80 RPM for the first four weeks. No grinding up hills.

IT band syndrome. Pain on the outside of the knee, usually appearing after rides longer than 60-90 minutes. Often linked to weak hip stabilisers that haven't been reconditioned. Prevention: single-leg exercises from day one — lateral band walks, clamshells, single-leg glute bridges.

Lower back pain. The deep postural muscles that hold you stable in the cycling position atrophy quickly during a break. When you return to the bike, your back takes load it cannot yet manage. Prevention: core stability work twice weekly and rides capped at 90 minutes for the first two weeks.

How to Protect Yourself

Strength work is not optional for comeback riders. Two sessions per week from the first week. Keep it simple:

  • Single-leg exercises: lunges, step-ups, Bulgarian split stance holds
  • Hip stability: lateral band walks, clamshells, single-leg glute bridges
  • Core: front planks (building to 60 seconds), dead bugs, pallof press with a band
  • Mobility: hip flexor stretches and thoracic rotation work

This is not about building power. It is about building the connective tissue tolerance that lets you train without breaking. Dan Lorang places strength as a year-round pillar for his pro athletes, not a winter-only addition, and the principle applies even more urgently during a comeback.

Setting Your New Baseline

Before you can train with any structure, you need to know where you are right now. Not where you were. Right now.

Wait until the end of week four to test. The first three weeks of adaptation are too volatile for a baseline number to mean anything — you would test again at week six and the result would be unrecognisable from the first attempt. Let the initial cardiovascular surge settle and the tissue adaptation begin before you pin a number on your fitness.

The test itself does not need to be complicated. A 20-minute maximal effort on a climb or a turbo gives you an FTP estimate — the FTP Test Calculator converts your result. From that number, the FTP Zone Calculator sets your power zones and the Heart Rate Zone Calculator sets your HR zones from the threshold heart rate you recorded during the test.

That number is your number. Not the number from two years ago. Not the number your riding partner posts on Strava. Yours, today, as a starting point. Plug it into the Training Load Calculator and build from there.

Test again at week eight and week twelve. The trajectory matters more than any single data point. A rider whose FTP moves from 195 to 225 over eight weeks is progressing faster than one whose FTP sits at 260 but hasn't moved in a month.

A 12-Week Return-to-Form Framework

I have written a detailed 12-week comeback training plan with specific weekly prescriptions, but here I want to lay out the principles behind that structure. Plans change. Principles hold.

Phase One: Tissue Tolerance (Weeks 1-4)

The priority is not fitness. The priority is preparing your body to absorb training load without injury.

  • Intensity ceiling: Zone 2 only. Conversational pace. If you cannot breathe through your nose for sustained periods, you are too hard.
  • Volume: 30-40% of your pre-break weekly hours. Progress by roughly 10% per week.
  • Ride duration: Nothing longer than 90 minutes in weeks one and two. Build to two hours by week four.
  • Cadence: Stay above 80 RPM. Higher cadence reduces tendon load.
  • Recovery week: Week four. Drop volume 30%. Non-negotiable.
  • Strength: Two sessions per week, 20-30 minutes. Bodyweight and bands.

The boring truth about Phase One is that it works precisely because it is boring. Prof. Seiler's polarised model shows that consistent low-intensity volume is the single biggest driver of aerobic adaptation. For comeback riders, it also drives tissue adaptation — and tissue adaptation is what keeps you on the bike long enough for the aerobic gains to accumulate.

Phase Two: Aerobic Rebuild (Weeks 5-8)

Now you build the engine. Tissues are tolerant, the habit is established, and you have a baseline FTP to train against.

  • Introduce tempo: One session per week, starting with 2 x 10 minutes at 76-85% FTP with five minutes easy between reps. Progress the duration, not the intensity.
  • Extend the long ride: Two hours in week five, building towards three hours by week eight. The Sweet Spot Calculator can help calibrate efforts within these longer rides.
  • Keep the base: The majority of your riding is still Zone 2. Tempo is an addition, not a replacement.
  • Week eight: Recovery week again. Retest FTP. The number will have moved.

The temptation at week six is enormous because you will feel good. The engine is coming back. Rides feel easier. The instinct is to jump straight to threshold work. Resist it. Two more weeks of aerobic development now pays dividends for the next six months.

Phase Three: Intensity Return (Weeks 9-12)

This is when you start to feel like a cyclist again. The base is in place. The tissues are adapted. Your body can handle real work.

  • Introduce threshold: One session per week, starting with 3 x 8 minutes at 95-100% FTP.
  • Keep tempo: One session per week, progressing to longer reps (2 x 20 minutes).
  • VO2max (week 11 only): Only if you feel strong, recovered, and injury-free. 5 x 3 minutes at 110-115% FTP. If in doubt, skip it. There is no rush.
  • Week twelve: Taper and retest. Your FTP at week twelve is your true comeback baseline — the number you build the next training block from.

Use the Masters Recovery Score through this phase to monitor how you're absorbing the increased load. Recovery is where adaptation happens, and over-40 riders need more of it than they did at 25.

How to Know If You Are Progressing

Numbers help but they are not the only signal. Three indicators tell you the comeback is working:

Heart rate at a given effort drops. If a pace that put you at 155 BPM in week two sits at 148 BPM in week six, your aerobic system is adapting. This is the most reliable early signal because it shows up before power numbers move meaningfully.

Perceived exertion falls. The same ride that felt like an 8/10 in week one should feel like a 6/10 by week four. Your subjective sense of effort is a surprisingly accurate gauge of adaptation — trust it.

Recovery improves. Early in the comeback, a 90-minute ride might leave you flat for the rest of the day. By week six, that same ride should leave energy in the tank. If it doesn't, your training load is too high or your recovery is too poor — fix one or both before adding volume.

If all three of these are moving in the right direction, the comeback is working regardless of what the power meter says. If they are stagnant or moving backwards, something needs to change — usually volume or sleep.

When to Add Real Intensity

After week twelve, the plan opens up. But "adding intensity" does not mean hammering every ride. Three signals tell you you are ready for structured VO2max blocks, race-pace efforts, and hard group rides:

  1. FTP is stable or rising week-on-week rather than bouncing unpredictably.
  2. Resting heart rate and HRV are back to within 5% of your historical norms.
  3. You can complete a full training week without needing to drop, shorten, or reshuffle sessions.

If those three are not in place, hold where you are. There is no penalty for taking 14 or 16 weeks instead of 12. The comeback riders I work with who return fully — who stay returned — are the ones who treat the rebuild as a legitimate training block, not a holding pattern before real training starts.

Building Back for the Long Term

The goal of a comeback is not to reach your old numbers. The goal is to build a riding life that is sustainable for the next decade.

That means accepting that your relationship with the bike might look different now. Maybe you ride four days instead of six. Maybe the Saturday group ride matters more than the Tuesday chain gang. Maybe your goals have shifted from FTP targets to completing a specific event, or riding a route you have always wanted to ride, or simply being fit enough to ride with your kids without getting dropped.

Goal setting that reflects where you actually are rather than where you used to be is not a compromise. It is the foundation for sustained progress. The riders who come back and stay back are the ones who find a version of cycling that fits their current life rather than trying to resurrect the version that fitted a life they no longer have.

Recovery matters more now than it did at 28. Sleep, nutrition, stress management — these are not marginal concerns for the over-40 comeback rider. They are load-bearing walls. The masters recovery guide covers this in detail, and I would consider it required reading alongside this piece.

And community matters. Riding alone for months is a motivational tax that compounds. The comeback riders who stick are embedded in a group — even a small one. The final thing I want to leave you with is a reframe. The comeback is not the thing you endure before training starts. The comeback is the training. The patience you develop in the first four weeks. The ego you manage in the second four weeks. The discipline to add intensity only when your body is ready in the third four weeks. All of that is the work.

You are not starting from zero. Your body remembers more than you think. But you are also not who you were, and the sooner you make peace with that, the faster the comeback goes.

Pick a start date. Map out the first week. Put the rides in the calendar. That is the first real move.
