Course Profile and Key Sections

The Ocean to Ocean follows Perth's coastal roads and river paths, looping through the western suburbs and along the Indian Ocean shoreline. The profile is flat to gently rolling — 300-600m of total elevation depending on the route year. Nothing that qualifies as a climb by any European definition. The challenge is not vertical. It is horizontal.

The start and opening kilometres (0-15km). Suburban roads, managed traffic, controlled pace. This is where you find your group. Do not burn a single match here. Average power: 55-65 per cent FTP. Nothing more.

The coastal sections (15-55km). Here's where it gets really interesting — and by interesting, I mean hard. The route swings onto exposed coastal roads along the Indian Ocean, and the Fremantle Doctor hits with nowhere to hide. Expect sustained winds of 20-30 km/h with gusts above 35 km/h. A rider holding 200 watts in still air at 32 km/h will hold 200 watts at 24 km/h into a 25 km/h headwind. Same effort. Eight kilometres per hour slower. That is the maths of wind. Your job through these kilometres is to stay in a group, stay low, and stay steady.

The river path sections (55-80km). The route moves inland along the Swan River, offering partial shelter. This is your recovery window — effort drops from 75 per cent FTP back to 65-70 per cent. Eat here. Drink here. Refill bottles at the feed zone.

The crosswind sections (variable). Sections where the wind hits from the side create echelons — the bunch fans out diagonally across the road, and riders who do not understand echelon positioning get dropped instantly. The correct position is offset to the sheltered side of the rider in front, not directly behind them. Third or fourth wheel in a good echelon saves 25-35 per cent of your energy. Sitting behind someone in a crosswind saves almost nothing.

The finish (80-100km). The closing kilometres bring you back towards Perth. The flat terrain means the bunch stays together right to the line. Hold your line, hold your nerve, and roll across.

Fitness Benchmarks

The Ocean to Ocean is not a climbing event, so W/kg matters less here than it does at a mountain sportive. What matters is sustained aerobic output in an aero position, and the ability to ride in a group. That said, here are rough benchmarks for the 100km route. All average speeds assume moderate wind — in heavy Fremantle Doctor conditions, subtract 3-5 km/h across the board.

10-Week Training Plan Overview

This plan is built for a flat, windy coastal event. If you have been following a climbing-focused programme, the shift in emphasis will feel strange. Less threshold work on gradients. More sustained tempo in an aerodynamic position. More group riding. More time in the wind.

Phase 1: Aerobic Foundation (Weeks 1-3)

Weekly structure (6-8 hours). Two quality sessions: 3x10 minutes at tempo (83-88 per cent FTP) on the drops, and 4x6 minutes at sweetspot (88-93 per cent FTP). Long ride building from 2h30 to 3h30 in zone 2 with 20 minutes of deliberate aero position work. Fill the rest with zone 2 riding and a group ride on Sunday if available.

If you do not know your FTP, test in week 1. A 20-minute maximal effort multiplied by 0.95 gives you a working number. Set your zones using the FTP Zone Calculator.

Core work (3x per week, 15-20 minutes). Planks — front and side — 3x45 seconds each. Dead bugs, 3x10 per side. Single-leg glute bridges, 3x12 per side. Bird dogs, 3x10 per side. This is the core stability that lets you hold an aero position for three hours without your lower back shutting down. You can go and do them this week. No gym required.

Phase 2: Group Riding and Wind Skills (Weeks 4-6)

Weekly structure (7-9 hours). Key sessions: 2x20 minutes at 75-80 per cent FTP in your aero position, and through-and-off practice with training partners (or 3x12 minutes at sweetspot solo). Long ride builds from 3h to 4h — seek out windy, exposed routes deliberately and insert 2x15 minutes at 70-80 per cent FTP into the headwind sections. Sunday group ride with a local club: practise sitting in, rotating, echelon positioning. Recovery week (week 6): drop volume by 30-35 per cent. Do not skip this.

Wind-specific skills to practise: riding on the drops at 70-80 per cent FTP for 20+ minutes without shifting position. Through-and-off rotation — pulling through for 30-60 seconds, then swinging off and drifting back. Echelon positioning in crosswinds. Holding steady power in gusts rather than surging and fading.

Gut training. Start practising your race-day nutrition on every ride over two hours. Your gut needs training to absorb 60-80g of carbohydrate per hour in the heat. Phase 3: Event Simulation (Weeks 7-9)

The highest-volume and highest-specificity phase (8-10 hours). Key sessions: 3x15 minutes at 80-85 per cent FTP in aero position, and 4x8 minutes at sweetspot with focus on holding position through fatigue. Saturday is the event simulation ride — 3.5-4 hours at race intensity on the most exposed route you can find. Full race nutrition. Race kit. Practise everything.

Week 9 Saturday ride is the dress rehearsal. Ride 80-90km on flat, exposed terrain with your race-day nutrition plan. Ride in a group if possible. Afterwards, review: did the nutrition work? Did your back hold up? Did you manage your effort in the wind? Fix what needs fixing.

Phase 4: Taper (Week 10)

Volume drops 40-50 per cent. Intensity stays sharp but brief.

  • Tuesday: 60 minutes with 3x5 minutes at sweetspot — keep the legs reminded of the effort
  • Wednesday: 45 minutes easy
  • Thursday: 50 minutes with 4x90-second efforts at VO2max — short, sharp, done
  • Friday: 30 minutes very easy with 3x30-second openers
  • Saturday: Rest. Full rest. Off the bike.
  • Sunday: Race day.

The Group Ride Simulation (Phase 2 onwards)

Find an organised bunch ride — a club chain gang, a Saturday morning group, anything with through-and-off rotation. Ride 60-90 minutes in the group. Your objectives: hold a wheel through accelerations without surging above sweetspot. Pull through at the front for 30-60 seconds at 80-85 per cent FTP. Swing off smoothly. Drift back without losing contact with the group. Repeat for the duration of the ride.

If you cannot find a group, recruit two or three training partners and practise on a flat, exposed road. Learning to communicate in a bunch, call hazards, and trust the riders around you is not something you can simulate solo.

The Sustained Aero Effort (Phase 2-3)

Forty-five to sixty minutes at 70-80 per cent FTP in your drops position. No breaks. No sitting up. Hold your line, hold your effort, hold your position. This session exposes every weakness in your bike fit and core strength. If your lower back aches at 25 minutes, your position needs adjustment — get a fit before the event. If your neck cramps at 35 minutes, you need more time in position, not more watts.

Do this on a flat road or the turbo trainer. It is not glamorous. It is the session that makes the difference between riding comfortably at 30 km/h and sitting up, catching the wind, and getting dropped.

The Headwind Repeats (Phase 2-3)

Find an exposed out-and-back road. Ride 20 minutes into the wind at 75-80 per cent FTP in your aero position. Turn around and ride 10 minutes with the wind at 65-70 per cent FTP — this is your recovery. Repeat 3-4 times. Total session: 90-120 minutes.

The purpose is twofold. First, you learn what sustained headwind effort actually feels like — the speed drops, the perceived effort spikes, and a power meter becomes essential to prevent overcooking yourself. Second, you learn to recover with a tailwind. On race day, every time the course turns and the wind shifts behind you, that is your moment to eat, drink, and let the heart rate settle.

Nutrition Strategy

A 100km flat ride in moderate conditions burns 1,800-2,500 kcal depending on your weight, power output, and how much time you spend fighting the wind. In Perth's October heat with a headwind, push that towards the upper end. Let me break this down by the hour.

Pre-race (3 hours before): Carbohydrate-rich breakfast — 2-3g of carbohydrate per kg of bodyweight. Toast, rice, banana, porridge. Nothing you have not eaten before a training ride. Nothing high-fibre.

Pre-race (90 minutes before): 500ml electrolyte drink, sipped steadily. Not plain water — you need sodium to retain the fluid.

During the race:

Total target: 180-280g of carbohydrate and 2.5-3.5 litres of fluid across a 3-4 hour finish. Use a 2:1 glucose-to-fructose ratio if you are pushing above 60g per hour. Here's where it gets really interesting for this event specifically: fuelling in a group at speed. You cannot sit up and unwrap a bar at 35 km/h in a tight bunch without losing your position. Practise eating gels one-handed while holding your line. Practise drinking without sitting up. These are skills, and race day is too late to learn them.

Carry electrolyte tabs in your jersey pocket. Perth's dry heat with constant wind strips moisture faster than humid conditions. If you feel thirsty, you are already behind.

Equipment and Gear

Bike setup. Aerodynamics matter more than weight. A bike that weighs 8.5kg with deep-section wheels will be faster than a 7kg climbing bike with shallow rims. Every watt you save on drag pays dividends for 100km on flat terrain.

Wheels. Deep-section wheels — 40-50mm front, 50-60mm rear — save 5-10 watts per wheel at 30-35 km/h compared to box-section rims. But deep wheels in crosswinds require confident handling. If crosswind handling worries you, drop the front to 35-40mm and keep the deeper rear. Tyres: 25-28mm at appropriate pressure. Nothing exotic needed.

Position. Get your bike fit checked with a specific instruction to the fitter: I need to hold an aerodynamic position for 3-4 hours on flat terrain. A slightly lower front end with a flatter back saves watts that no amount of training can replace. Clothing for Australian conditions. SPF 50+ sunscreen applied before the start — arms, legs, ears, back of the neck. Australian UV in October is severe. A bad sunburn in the first hour accelerates dehydration and makes the final 40km significantly harder. Sunglasses are essential — the glare off the Indian Ocean is relentless. White or light-coloured jersey to reflect heat.

Race Day Pacing

On a flat, windy course you race with a group or you race alone — and racing alone into a headwind is how strong riders post disappointing times.

Finding a group. In the first 10-15km, look for riders holding a pace you can sustain for 100km — not the pace you wish you could hold. Sit in behind them. Match their effort through the easy opening kilometres. If you can hold their wheel comfortably at 60-65 per cent FTP, this is your group.

Staying in the group. When the coastal wind hits, the group becomes your engine. Stay on a wheel. Do not let gaps open — a two-second gap in a headwind costs ten seconds of hard effort to close. Smooth, steady, no surges. If the pace spikes above 85 per cent FTP, let that group go and find the next one. Ego costs twenty minutes over 100km. Discipline saves it.

Taking a turn vs. sitting in. If you are strong enough, contribute by taking pulls at the front — 30-60 seconds in a headwind, holding the pace (do not accelerate), then swinging off to the sheltered side. A through-and-off group of eight can maintain 30 km/h into a 25 km/h headwind where a solo rider at the same power holds 24 km/h. But if you are at your limit just holding a wheel, sit at the back and survive. Nobody in a sportive begrudges a rider who sits in. They begrudge a rider who takes a half-hearted pull, slows the group, and drops off the back.

Common Mistakes

  1. Training for climbing when the event is flat. Hill repeats and threshold intervals on gradients prepare you for a different event. The Ocean to Ocean demands sustained aerobic output in an aero position. Train for what the course actually does, not what your usual training looks like.

  2. Ignoring group riding skills. Solo riders who can hold 3.0 W/kg get dropped by 2.5 W/kg riders who know how to sit in a group. The flat terrain keeps bunches together, which means drafting is not a bonus — it is the entire strategy. If you have not practised riding in a group, start now.

  3. Underestimating the wind. Riders look at the elevation profile and assume the event will be easy. Then the Fremantle Doctor arrives and they discover that a flat road into a 25 km/h headwind is harder than a 5 per cent climb in still air. Respect the wind. Train in it.

  4. Dehydration in dry heat. Perth in October is warm and dry, and the constant wind evaporates sweat before you feel wet. Northern hemisphere riders accustomed to humid conditions dramatically underestimate their fluid losses. By the time you feel thirsty, you are already 2-3 per cent dehydrated and your performance has dropped measurably. Drink to a schedule, not to thirst.

  5. Going too hard in the opening kilometres. The start is easy. The road is flat. The group is fast. You feel good. So you sit on the front and drive the pace at 85 per cent FTP because it feels sustainable. It is not — not for 100km with a headwind coming. Hold back. Be patient. The race starts when the wind starts.

Travel and Logistics

Getting to Perth. Perth is remote — 16-20 hours from Europe, 18-22 hours from the US east coast. Build in at least two days for jet lag, and ideally arrive 7-10 days before the event for heat acclimatisation. Perth operates on UTC+8.

Timing for northern hemisphere riders. October is Australian spring — 20-30 degrees Celsius, occasionally higher. This falls at the end of the northern cycling season, so your summer base carries through. The main adjustment is heat and UV. If you are coming from a northern autumn where temperatures have already dropped below 15 degrees, the jump to 28-32 degrees is significant.

Entry. AUD$80-120 depending on distance option and entry timing. Multiple distance options usually available. Early registration advisable.

Bike logistics. A bike bag on the flight is simplest. Perth has good bike shops for mechanical needs, and bike hire is available if you prefer not to travel with your own equipment.

Recovery Plan

Recovery from a flat 100km is faster than after a mountain gran fondo — less eccentric muscular damage from descents. But the heat and dehydration load in Perth means your recovery starts with fluid replacement, not foam rolling.

Immediately after: 500ml of electrolyte drink within 15 minutes. A meal with 1-1.5g carbohydrate per kg bodyweight plus 20-30g protein within 60 minutes. Get out of the sun.

Days 1-3: Light movement only — easy spin or a walk. Continue rehydrating. Nothing structured.

Days 4-7: Resume normal training at reduced intensity. For northern hemisphere riders returning home to November, this is a natural transition point into winter base training.
