The last event of your season is behind you. Maybe it went well, maybe it didn't. Either way, what happens next is the part most cyclists get completely wrong.
Some riders keep training through October as if the season never ended. Same intervals, same intensity, same structure. They tell themselves they are maintaining fitness. What they are actually maintaining is the accumulated fatigue of six months of structured training -- and they are carrying it directly into the winter, where it will quietly wreck their next year.
Others do the opposite. They stop riding entirely. The bike goes in the shed. The turbo collects dust. By mid-November, four months of aerobic conditioning has evaporated.
Both approaches waste the most important training window of the year.
Why the Transition Period Matters More Than You Think
Here's the thing nobody tells you about autumn training: the six weeks between your last event and the start of structured base building are where your next season is actually decided. Not in January, when everyone posts their New Year training plans. Not in March, when the first races start. Now. In October. When it's dark and wet and nobody is watching.
The transition period exists for three reasons:
Physical recovery. A racing season -- even a sportive-heavy one -- creates accumulated muscular, neural, and hormonal fatigue that regular rest days don't clear. Dr Stephen Seiler's work on training load and recovery shows that this deep fatigue takes 2-4 weeks of properly reduced training to dissipate. Skip it and you start base training already in a hole.
Mental reset. If you have been training to a structured plan since January, your brain is fried. The motivation to hit specific numbers, analyse every ride, chase every metric -- it needs a break. Riders who skip the mental reset are the ones who burn out in February and wonder why they can't face the turbo.
Preparation for what comes next. The transition is where you introduce new stimuli -- gym work, flexibility, bike fit changes -- without competing with hard training for recovery resources. It is the only window where these things get your full attention.
Think of it this way: you would not start building a house without clearing the site first. The transition period is site clearance. Everything you construct on top of it -- base, build, race -- depends on how well you prepared the ground.
The Season Review: 30 Minutes That Change Everything
Before you plan a single training session, sit down with a coffee and review your season. This takes half an hour. Most riders never do it, and they repeat the same mistakes year after year.
Here's what to write down:
What Went Well
Be specific. Not "I had a good season" but "I peaked for the sportive in June and held 3.2 w/kg for four hours." Knowing exactly what worked tells you what to repeat.
What Didn't Work
Where did your form fall apart? Where did you get dropped? Where did you run out of energy? Was there an event where you were clearly underprepared -- and can you trace it back to a training block that went wrong?
Injuries and Niggles
Write down every injury, every niggle, every ache that appeared during the season. The knee that hurt after hard rides. The lower back that stiffened on long climbs. The numb hands on the hoods. These are the things you fix now, not in March when they come back worse.
Life Factors
Be honest about what life did to your training. Did work travel destroy your consistency in April? Did a family commitment wipe out your peak week before your target event? These are not excuses -- they are data. Next year's plan has to account for them.
One Clear Goal for Next Season
Not five goals. One. The single thing you most want to achieve next year. Everything else follows from this. If you cannot name it in one sentence, you don't know what you are training for.
This review is the most underrated training tool in cycling. It takes 30 minutes and tells you more about what to train next year than any lab test or ramp test ever will.
The Deload Protocol: How to Actually Rest
Let me break this down, because "rest" does not mean what most people think it means.
The deload phase typically lasts 2-4 weeks. The length depends on your season:
- Heavy race calendar (15+ events, racing March to September): Take the full 4 weeks.
- Moderate season (8-12 events, structured training year-round): 3 weeks is usually enough.
- Lighter schedule (a few sportives, less structured): 2 weeks will do.
What Deload Riding Looks Like
Reduce your riding volume by 40-60 per cent from your peak-season average. If you were riding 10 hours a week in July, ride 4-6 hours during the deload.
The critical rule: no structure. None. No intervals, no targets, no power zones, no heart rate alerts. If you can bring yourself to do it, leave the power meter off entirely. Turn off the head unit. Ride on feel.
This is not laziness. This is deliberate. The purpose of deload riding is enjoyment. Coffee rides with mates. New routes you haven't explored. Gravel if you fancy it. Mountain biking if you have access. The only metric that matters during these rides is whether you enjoyed them.
What Most People Do Wrong
The number one mistake is treating the deload as a low-intensity training block. Riders reduce volume but then add structure -- "I'll just do some easy Zone 2 sessions." The moment you add structure, it stops being a mental reset. You are still training. You are still in the pattern. The brain needs the pattern broken.
The second mistake is complete inactivity. A week of doing nothing is fine -- sometimes necessary. But beyond that, you start losing aerobic conditioning that takes weeks to rebuild. Stay active. Just stop training.
The marker that tells you the deload is working: you start wanting to ride with intent again. You see a hill and want to push it. You look at Zwift and feel excited rather than obligated. That's your body telling you it's recovered. Until that feeling arrives, you are not done resting.
Introducing Strength Training: Why Autumn Is the Window
Here's where it gets really interesting. The transition period is the single best time of year to start gym work, and most cyclists start it at exactly the wrong time.
What most people do: they start strength training in January, right when base training intensity starts to ramp up. Two new stressors competing for the same recovery resources. They are sore from the gym on their long ride days. Their legs feel dead on the turbo after leg day. Within three weeks, one of two things happens -- they drop the gym because it's interfering with riding, or they keep both and start accumulating fatigue they can't recover from.
What works: start gym work in October, during the deload or in the first week of easy base riding. Here's why this is different:
- There is no hard riding to compete with. Your on-bike training is easy and unstructured. The gym gets your full recovery capacity.
- You adapt to the stimulus before it matters. The initial soreness, the DOMS, the neural adaptation -- all of this happens when it costs you nothing on the bike.
- By January, you are 8-12 weeks into a strength programme. You have built a base of gym fitness. You can maintain it with lower volume while intensity on the bike increases. This is the approach that research supports.
The Exercises That Actually Transfer
You don't need twenty exercises. You need six to eight movements done with control and progressed over time. Bent Ronnestad's research on strength training for endurance athletes is clear: loaded resistance training produces neuromuscular gains that transfer to the bike. The key is choosing movements that mirror how power is delivered -- one leg at a time, through the hip and knee.
Bulgarian split squats. The single best lower-body exercise for cyclists. Trains quads, glutes, and hip stability in a single-leg pattern. 3 sets of 6-8 reps per leg. Rear foot elevated on a bench. Full range. Control the descent.
Lunges. Walking lunges or reverse lunges -- both work. They train the same single-leg pattern with more dynamic stability demand. 3 sets of 8-10 per leg. Hold dumbbells at your sides.
Step-ups. A mostly concentric movement, which means less soreness and faster recovery than split variations. Useful mid-week when you want to ride the next day. 3 sets of 8-10 per leg on a knee-height box.
Single-leg press. For riders who find balance-dependent exercises too difficult at first, the leg press isolates quad and glute strength without the stability component. Start here and progress to free-standing work. 3 sets of 8-10 per leg.
Hip thrusts. Glute strength is the foundation of power on the bike, and most cyclists are weak through the hip extensors. Barbell or dumbbell hip thrusts, 3 sets of 8-12 reps. Pause at the top for two seconds. You should feel this in your glutes, not your lower back.
Calf raises. Ankle stiffness matters more than most riders realise -- it's part of the force transfer chain from hip to pedal. Standing calf raises, 3 sets of 12-15. Slow eccentric (3 seconds down), full pause at the bottom.
Core work. Dead bugs, pallof presses, and side planks. These are not glamorous. They prevent the lower back pain and pelvic instability that plague cyclists on long rides. 2-3 exercises at the end of each gym session, 2-3 sets each.
Programming It
Two gym sessions per week is the sweet spot for most cyclists. More than that creates recovery interference without proportional benefit.
Week 1-3 (adaptation): Light weights. Focus on learning the movements. 2-3 sets of 10-12 reps. You should finish each set feeling like you had 4-5 reps left. This phase is about neural patterning, not strength.
Week 4-8 (building): Increase load to a challenging 6-10 rep range with 2-3 reps in reserve. This is where the neuromuscular adaptation happens -- more force per contraction, better recruitment of fast-twitch fibres.
Week 9 onward (maintenance through base): When base training volume increases, reduce gym volume to 2 sets of 5-8 reps. Same exercises, same load, less volume. This maintains the strength you built without creating excess fatigue.
Never schedule a hard gym session the day before a long ride. The ideal pattern is gym on Monday and Thursday, with your long ride on Saturday and your second longer ride on Sunday.
Starting Base Training: The Aerobic Engine Rebuild
Once the deload is complete -- you feel rested, motivated, and ready for structure -- it's time to start base building. For most riders, this means late October or early November.
The base phase in autumn is different from January base work. You are not yet chasing volume. You are re-establishing the aerobic habits and physiological patterns that support everything that comes later.
What Autumn Base Looks Like
3-4 rides per week. Two longer rides at the weekend (90 minutes to 3 hours depending on your weekly volume) and 1-2 shorter midweek sessions (60-90 minutes).
80 per cent Zone 2. The bread and butter. Keep your heart rate below your aerobic threshold. If you are using power, stay at 55-75 per cent of FTP. If you are using heart rate, stay below 75 per cent of max. The effort should be conversational -- actually conversational, not "I can speak between gasps."
Occasional tempo. One ride per week can include 15-20 minutes of Zone 3 tempo work. Not intervals. Just a sustained effort on a favourite climb or a stretch of rolling road where you let the effort creep up. This keeps some muscular engagement without crossing into the intensity that compromises aerobic adaptation.
Total volume at 60-70 per cent of peak. If your peak season volume was 12 hours per week, autumn base should be 7-8 hours. Build from there. Add 5-10 per cent per week. Patience.
What You Are Actually Building
The purpose of Zone 2 training at this point is not fitness. Not in the way most riders think about fitness. You are building the cellular infrastructure that supports fitness:
Mitochondrial density. More mitochondria in your muscle cells means more aerobic energy production capacity. This is the literal engine expansion. It responds to sustained sub-threshold work over weeks and months.
Capillary development. New blood vessels forming around muscle fibres, improving oxygen delivery. Better plumbing means better performance at every intensity above this one.
Fat oxidation. Your body becoming more efficient at burning fat as fuel, sparing the glycogen you need for hard efforts later in the season.
These adaptations are slow. They are invisible on a power curve. And they are the single biggest determinant of how high your ceiling will be in June. Rushing into threshold work or VO2max intervals now is like fitting a turbocharger to an engine that has not been rebuilt. The power spike will come -- and then everything breaks because the foundation cannot support it.
The Turbo Question
You will end up on the indoor trainer at some point in autumn. The light fades, the weather turns, and Tuesday evening rides become turbo sessions. This is fine.
But here is the trap: indoor training biases toward intensity. Every Zwift race, every structured workout, every TrainerRoad session has intensity baked in. When you are supposed to be riding Zone 2, the turbo makes it very easy to drift into Zone 3, then Zone 4, then "well, I'm here, might as well do some intervals."
If you ride indoors during autumn base, set a hard rule: Zone 2 only. No racing. No group rides. No structured workouts with intensity blocks. Put on a film, turn the resistance down, and spin. The turbo is a tool for accumulating aerobic hours when outdoor conditions don't allow it. It is not an excuse to train harder than the phase calls for.
Riding in Autumn Conditions: Practical Adjustments
Let's talk about the reality of riding from October to December. Wet roads. Fading light. Temperatures that make your fingers stop working. Leaves everywhere. These conditions don't have to end your outdoor riding -- but they do demand adjustments.
Kit That Actually Matters
A decent gilet. Not a full jacket for most autumn rides -- you overheat. A windproof gilet keeps your core warm while letting your arms breathe. It packs into a jersey pocket when the sun comes out. This is the single most useful piece of autumn kit.
Mudguards. Full-length, clip-on, whatever fits your frame. Mudguards are not about keeping you clean -- they are about keeping road spray off your face, out of your eyes, and away from your drivetrain. Your chain, cassette, and bottom bracket will last significantly longer through winter with mudguards fitted.
Overshoes and good gloves. Cold feet and cold hands end rides. Neoprene overshoes for anything below 8 degrees. Full-finger gloves with windproof backs. Your hands control the bike -- when they go numb, you cannot brake properly.
Layering, not bulk. A merino base layer, a long-sleeve jersey, and the gilet will cover most autumn rides between 5 and 15 degrees. Carry arm warmers and a rain cape in your pockets. You can always take layers off. Getting caught without them is a long, cold ride home.
Lights and Visibility
Fit front and rear lights on every ride from October onward. Not just for dawn and dusk -- for overcast afternoons, for shaded lanes, for any moment where a driver might not see you against a grey sky.
A rear light in daytime flash mode is the cheapest safety upgrade you can make. Mounting it on your seatpost puts it at driver eye level. Run it every ride, regardless of conditions.
High-visibility gilets are not fashionable. They are visible. Wear one. Your mates will take the mick. You will be seen by the driver who would otherwise have pulled out on you.
Wet Road Technique
Drop tyre pressure by 5-10 PSI. A lower-pressure tyre deforms more around the road surface, increasing the contact patch and improving grip. If you normally run 90 PSI, drop to 80-85 for wet rides. The rolling resistance penalty is negligible. The grip improvement is significant.
Corner wider and slower. Wet roads reduce tyre grip by roughly 20-30 per cent depending on the surface. Enter corners wider, brake earlier and more gently, and keep your weight centred over the bike. Avoid leaning aggressively.
Avoid the hazards. Painted road markings become ice rinks in the wet. Manhole covers are worse. Wet leaves on corners are properly dangerous -- they are slippery and they hide potholes. Storm drains collect debris. Metal grates are lethal.
If you normally descend on the drops, consider staying on the hoods in wet conditions. The upright position gives you better visibility of the road surface ahead, and you can cover the brakes more comfortably.
Clean your bike after wet rides. This takes five minutes and prevents the corrosion that destroys drivetrains, cables, and bearings through winter. A bucket of warm soapy water, a sponge, a brush for the cassette, and a re-lube of the chain. Five minutes. It saves hundreds in replacement parts.
Fixing Niggles and Getting Your Fit Right
The transition period is maintenance season. Not just for the bike -- for you.
The Physio Check
If you have been riding through a niggle all season -- and most riders have -- now is the time to get it assessed. A good sports physiotherapist will identify whether your knee pain is a patella tracking issue, whether your lower back stiffness is a hip mobility problem, and whether the numb hands are a bike fit issue or a nerve entrapment.
The reason to do this now is simple: treatment takes time. If your physio prescribes a 6-week corrective exercise programme, doing it during the transition and early base means you start your build phase with a clean bill of health. Doing it in February means you are trying to fix a structural issue while simultaneously increasing training load -- and one of those things will give.
Bike Fit
Autumn is the best time for a bike fit. Not because your body changes through winter -- but because you have time to adapt to positional changes before they matter.
A bike fit adjustment -- saddle height, cleat position, reach, stack -- takes 2-3 weeks of riding before it feels natural. If you make those changes in April, you spend the first weeks of race season adapting to a new position while trying to perform. If you make them in October, they are second nature by January.
Common fit issues that accumulate over a season:
- Saddle creeping forward. Saddle rails slip by a millimetre at a time. By October you might be 5-8mm forward of where you started. Check it against your fit notes.
- Cleat wear. Cleats wear unevenly, changing your foot position on the pedal. If they are more than six months old, replace them and reset the position.
- Bar tape compression. Old bar tape compresses and hardens, changing your hand position and reducing vibration damping. Re-wrap with fresh tape. Your hands will thank you.
- Stack and reach drift. If you changed stem length or spacer height during the season -- even "temporarily" -- now is the time to decide whether to keep it or revert.
The Bike Service
While you are at it, give the bike a full service or book it into your local shop. Replace the chain if it is past 0.5 per cent wear. Check brake pads. Inspect cables for fraying. Bleed hydraulic brakes if the lever pull feels soft. Service the headset and bottom bracket bearings.
A bike that works properly makes autumn riding tolerable. A bike that creaks, shifts poorly, and brakes weakly makes every wet ride miserable enough to justify staying indoors. Don't give yourself the excuse.
Putting It All Together: The Autumn Timeline
Weeks 1-2 (early October): Deload. Season review. Reduced, unstructured riding. Book physio and bike fit appointments. Begin light gym work if you feel ready.
Weeks 3-4 (mid-to-late October): Late transition. Gym work settling in (2 sessions per week). Riding volume still low but starting to feel purposeful. Bike fit completed. Any physio-prescribed exercises added to your routine.
Weeks 5-8 (November): Early base. Structured riding resumes. 3-4 rides per week, predominantly Zone 2. Gym work at full programming (6-10 rep range). Volume building at 5-10 per cent per week toward your winter target.
Weeks 9-12 (December): Established base. Volume approaching 70 per cent of peak. One ride per week includes tempo. Gym maintained at 2 sessions. The aerobic engine is building. You can feel it in how easy Zone 2 feels compared to October.
This is not complicated. It does not require expensive equipment, lab testing, or a coach. It requires patience, consistency, and the willingness to accept that going slower now is what makes you faster later.
The Mental Side
One more thing, because it matters and nobody talks about it enough.
Autumn is hard mentally. The clocks go back. The evenings disappear. The weather gets ugly. Your mates stop riding. Strava goes quiet. It feels like everyone else has stopped, and you are the only one out there in the dark and the wet.
You are not. But even if you were, it would not matter. The riders who are consistent through autumn -- who get the Zone 2 hours in, who go to the gym twice a week, who ride in the rain when it would be easier to stay home -- those are the riders who arrive at spring with an aerobic engine that supports real performance.
The transition period is not glamorous. There is no power PB at the end of it. No KOM. No Strava trophy. There is just the quiet knowledge that you did the work that most people skipped.
That's where the difference is made.
