The cycling internet has a favourite story about riders over 50. VO2max is dropping. Power is going with it. Recovery is slower, injuries are more common, and the best you can hope for is a dignified managed decline. Some version of this narrative shows up in every forum thread, every training article, every well-meaning piece of advice from a younger club mate.
And parts of it are true. VO2max does decline faster after 50. Recovery does take longer. Sarcopenia — the gradual loss of muscle mass — accelerates. Pretending otherwise would be dishonest. But here is what the same internet consistently fails to mention: the gap between a trained and an untrained 50-year-old is enormous. A well-structured cyclist at 52 will have a VO2max that an average sedentary 25-year-old cannot match. The decline is real. The scale of it is largely under your control.
This is not motivational fluff. This is what the published research — from Professor Seiler's polarised training data, from Joe Friel's decades of work with masters athletes, from Dr Andy Galpin's muscle physiology research — actually shows. The evidence says you are not done yet. It also says the adjustments you need to make are specific, measurable, and fixable. Here is the full picture.
What Changes After 50
Let me break this down honestly, because sugar-coating it helps nobody.
VO2max decline accelerates. In sedentary individuals, VO2max drops at roughly 10-15% per decade after 50. In trained endurance athletes who maintain structured high-intensity work, that rate is closer to 5-7% per decade. The difference is significant — it is the difference between losing 30% of your aerobic capacity between 50 and 80, or losing half that. Recovery takes longer. At 30, you might absorb two hard sessions 48 hours apart and feel fine for a third. At 50, the window between hard efforts needs to extend to 72-96 hours. This is not a psychological limit. It is a measurable change in how quickly muscle glycogen replenishes, how fast muscle protein synthesis operates, and how efficiently the endocrine system clears cortisol. Ignoring this produces overreaching, not toughness.
Sarcopenia becomes a genuine threat. After 50, an untrained adult loses roughly 1-2% of muscle mass per year. For a cyclist, that translates directly into power loss — less muscle means fewer watts. The loss is preferential too. Fast-twitch fibres, the ones responsible for sprints, attacks, and high-end VO2max efforts, atrophy faster than slow-twitch fibres. Pure aerobic riding does almost nothing to prevent this.
Hormonal changes compound the picture. Testosterone declines gradually — roughly 1-2% per year from 40 onwards. Cortisol clearance slows, which means training stress and life stress sit in the system longer. Growth hormone output drops. None of these changes are catastrophic on their own, but together they shift the recovery equation meaningfully. The same training load produces more fatigue and requires more recovery time to produce adaptation.
Connective tissue recovers more slowly. Tendons, ligaments, and cartilage all take longer to repair after 50. This does not mean they are fragile. It means that the rate at which you can increase training load — the ramp rate — needs to be more conservative. Sudden spikes in volume or intensity carry higher injury risk than they did twenty years ago.
What Does Not Change
Here is the good news, and it is substantial.
Trainability remains. Your body's capacity to respond to a training stimulus does not disappear at 50. The adaptation response — the process by which stress produces a physiological improvement — is present and functional at every age studied. What changes is the dose-response relationship: you need more recovery between doses. But the adaptation itself still works. A 55-year-old who has never trained in a structured way will see meaningful fitness gains from their first properly designed training block. This is not theoretical — we see it constantly in the community.
Aerobic capacity can be maintained with the right intensity. Professor Seiler's research on the polarised training model applies directly to masters cyclists. The riders who maintain high-intensity sessions — VO2max intervals, threshold work — preserve their aerobic ceiling far better than riders who drift into all-moderate riding. The intensity is the specific stimulus that keeps the top end alive.
Fast-twitch fibres respond to stimulus at any age. When Dr Andy Galpin was on the podcast, the point he kept returning to was that fast-twitch atrophy after 50 is not inevitable. It is a training deficit, not a biological sentence. Heavy resistance work and high-intensity efforts recruit those type 2 fibres, and when recruited, they adapt. The neuromuscular system still learns. Pedalling efficiency, force application, cadence control — these motor skills continue to improve with practice. Experienced riders often produce more watts per litre of oxygen than younger riders precisely because their neuromuscular coordination is more refined. Experience counts for something measurable.
Joe Friel set personal bests in his late 60s. Not age-adjusted personal bests. Absolute personal bests. The Training Adjustments That Matter Most
The principles of training do not change after 50. The dosing does. Here are the specific adjustments that the evidence supports.
Two Hard Sessions Per Week, Not Three or Four
This is the single most important structural change. Two properly hard sessions per week, separated by at least 72 hours, with everything else easy or off. The temptation — especially for riders who built fitness on volume and frequency in their 30s and 40s — is to keep cramming in hard efforts. The result is chronic under-recovery that masquerades as age-related decline.
Two hard sessions with proper recovery between them will produce better adaptation than four hard sessions crammed into the same week. This is not a reduction in ambition. It is a recognition that adaptation happens during recovery, and recovery now takes longer.
The Two Sessions: VO2max and Threshold
Session one: VO2max intervals. Three to five repetitions of 3-5 minute efforts at 106-120% of FTP, with equal recovery between. These are the efforts that maintain your aerobic ceiling. They recruit the fast-twitch fibres that aerobic riding neglects. They are hard — truly hard — and that is the point.
Session two: threshold work. Two blocks of 15 minutes or three blocks of 10 minutes at 95-100% of FTP. This is the effort that maintains your ability to sustain power over duration. It builds the metabolic machinery that clears lactate and manages fatigue during long efforts.

Easy Days Must Be Genuinely Easy
Zone 1-2. Conversational pace. No surges, no chasing Strava segments, no "feeling good so I'll push a bit." The purpose of easy rides after 50 is to promote blood flow, maintain aerobic base, and allow the body to continue recovering from the last hard session. Every time you ride "moderate" when the plan says easy, you are borrowing from the recovery budget for your next hard session.

Recovery as Training
After 50, recovery is not the gap between training sessions. It is a training session in its own right. Every element of recovery either accelerates or delays your next adaptation. Sleep: The Non-Negotiable
Eight hours minimum. Not seven and a bit. Eight. The research from Professor Matthew Walker and others is unambiguous: sleep is when muscle protein synthesis peaks, when growth hormone is released, when neural connections consolidate the motor patterns you practised on the bike. A cyclist over 50 who sleeps six hours and trains ten hours per week will produce less adaptation than one who sleeps eight hours and trains seven.
Consistent timing matters more than total hours. Going to bed and waking at the same time — even on weekends — stabilises circadian rhythm and improves sleep quality. A dark room, a cool room (16-18 degrees), and no screens for an hour before bed are the basics that most riders know and most riders ignore.
Napping is not laziness. A 20-30 minute nap between noon and 2pm, when circadian rhythm naturally dips, is a legitimate recovery tool. Dr Galpin has spoken about this on the podcast: the nap window is a performance intervention, not a concession.
Protein: Higher Than You Think
Anabolic resistance is the term. After 50, the muscle-building response to protein intake is blunted — you need a higher dose of protein per meal to trigger the same level of muscle protein synthesis that a younger body achieves with less. The target shifts from the 1.4-1.6g per kilogram that works for younger athletes to 1.8-2.2g per kilogram for riders over 50.
For a 75kg cyclist, that is 135-165g of protein daily. Spread across four meals, that is 30-40g per sitting — roughly a palm-sized portion of meat, fish, or equivalent. The timing matters: a protein-rich meal within two hours of training, and a bedtime dose of 30-40g (casein or cottage cheese work well) to support overnight muscle protein synthesis.
Most riders over 50 are eating 80-100g of protein daily. That is not enough to maintain muscle mass against the combined pressures of sarcopenia and training damage. Fixing protein intake is one of the highest-return changes a masters cyclist can make, and it costs nothing except attention.
Stress Management: Your Recovery Budget is Shared
Here is something the training plans never account for. Your body does not distinguish between training stress, work stress, family stress, and financial stress. Cortisol is cortisol. The recovery resources your body uses to absorb a hard interval session are the same resources it uses to manage a difficult week at work.
After 50, cortisol clearance slows. A stressful day at the office now sits in your system longer. If you layer a hard training session on top of a high-stress day, you are asking for adaptation from a body that is already in recovery mode. The practical implication: be willing to swap a hard session for an easy spin when life stress is elevated. You will not lose fitness from one missed hard session. You will lose fitness from the accumulated fatigue of ignoring the stress signal for weeks.
HRV tracking — heart rate variability measured each morning — gives you a daily readout of autonomic nervous system status. When HRV trends down for more than two consecutive days, back off. The masters recovery score integrates these signals into a single decision tool.
Active Recovery
An easy spin of 30-45 minutes in Zone 1 — barely turning the legs, no resistance, truly gentle — promotes blood flow to damaged muscle tissue without adding meaningful training stress. One or two of these per week between hard sessions is a legitimate recovery strategy. The key word is easy. If you finish and your legs feel like they worked, it was too hard.
The Strength Training Imperative After 50
This is not optional. After 50, structured resistance training is the single most effective intervention for preserving power output, preventing injury, and maintaining quality of life on and off the bike. The research is definitive — the 2025 meta-analysis covering 17 cycling-specific trials found that resistance training improves cycling performance with no negative effect on VO2max, and the masters subset showed particularly strong gains.
What to Do
Two sessions per week, 45-60 minutes each. The focus is cycling-specific movement patterns: single-leg work, posterior chain, core stability, and upper-back posture for time-trial and drop positions.
The exercises that work for this demographic, with lower injury risk than heavy barbell lifts:
- Leg press — the primary bilateral leg-strength builder, with adjustable load and controlled range of motion
- Step-ups — single-leg strength, directly mimics the pedal stroke, develops balance
- Split squats and Bulgarian split squats — single-leg loading through a cycling-relevant range
- Single-leg Romanian deadlifts with dumbbells — posterior chain and hip stability, critical for pedalling power
- Cable rows and band pull-aparts — upper-back strength for riding position, prevents the rounded shoulders that long rides produce
- Hip thrusts — glute activation and strength, the largest power producer in the pedal stroke
- Plank variations and deadbugs — core anti-extension and anti-rotation, prevents lower-back breakdown on long rides
- Goblet squats — a controlled bilateral squat pattern with load held at the chest, self-limiting and safe

Periodise With Your Bike Season
During base phase: two strength sessions per week, higher volume, building load progressively. During build phase: two sessions, maintaining load but reducing volume slightly as bike intensity increases. During race season or peak riding months: drop to one session per week for maintenance. Do not skip entirely — the ground you lose in eight weeks of no strength work takes months to rebuild.
The Goal
Preserve muscle mass. Maintain force production on the pedals. Protect bone density — osteoporosis risk rises after 50, and loaded resistance work is one of the few interventions proven to maintain or increase bone mineral density. The goal is not powerlifting numbers. It is a body that can produce watts, absorb road vibration, and stay injury-free for decades.
Staying Injury-Free
After 50, the margin for error narrows. Injuries take longer to heal, and the fitness lost during recovery takes longer to rebuild. Prevention is worth far more than treatment.
Warm up longer. Fifteen to twenty minutes minimum before any hard effort. Your soft tissues need more time to reach working temperature after 50. Start every ride easy and build gradually. Start every gym session with 10 minutes of movement preparation before touching any load.
Mobility work daily. Ten minutes. Hip flexors, thoracic spine, ankles, hamstrings. The cycling position shortens the hip flexors and rounds the thoracic spine over time. A daily mobility routine counteracts this and preserves the range of motion that keeps your pedal stroke efficient and your back healthy. This is not yoga. It is maintenance.
Listen to pain signals. Ride through discomfort — the burn of a threshold effort, the fatigue of a long day. Do not ride through pain — a sharp knee, a seizing lower back, a shooting sensation in the hip. The distinction matters more after 50 because the consequences of ignoring a pain signal are more severe and longer-lasting.
Bike fit review. Every two years, or sooner if your body changes — weight loss or gain, a new flexibility limitation, a surgery, or a crash. After 50, flexibility often changes gradually, and a fit that was perfect three years ago may now be creating strain. Shorter cranks (165mm or 170mm for most riders over 50) are worth discussing with your fitter — they reduce hip-flexion angle at the top of the pedal stroke and can relieve knee and hip stress.
Realistic Performance Targets
Setting the right targets after 50 requires an honest conversation about what "improvement" means.
FTP maintenance is a win. Holding the same functional threshold power year to year after 50 means you are outrunning the natural decline curve. Do not dismiss this. A rider who maintains 250 watts at 55 that they held at 50 has effectively gained five years of performance against the population average.
1-2% annual FTP growth is possible and meaningful. For riders who come from an unstructured training background, or who are returning to the bike after a break, FTP gains of 5-10% in the first year of structured training are common regardless of age. VO2max above 40 ml/kg/min. Maintaining a VO2max above 40 ml/kg/min after 50 places you in the top 10% of your age group. Above 45, you are in the top 5%. Above 50, you are physiologically exceptional. The VO2max estimator will give you a current estimate from your recent ride data. The age-grade reframe. Your absolute numbers will decline over time. Your age-graded performance — how you compare to the standard for your age — can improve for years. A rider who posts 280 watts at FTP at age 50 and 265 watts at age 55 has lost absolute power but may have improved their age-grade score because the decline was less than the expected rate.
The "Compared to What?" Reframe
This is the section that changes how most riders over 50 feel about their numbers.
Stop comparing yourself to your 30-year-old self. That comparison produces nothing except frustration. Start comparing to your actual peer group — everyone else your age.
A sedentary 50-year-old male has a VO2max of roughly 25-30 ml/kg/min. A trained cyclist of the same age who maintains structured training typically sits at 45-55 ml/kg/min. That trained cyclist has the aerobic capacity of an average 25-year-old. Not an athletic 25-year-old. An average one. You are not just "fit for your age." You are physiologically elite relative to the population.
Consider what this means in practical terms. The sedentary 50-year-old gets winded climbing two flights of stairs. You are riding a hundred kilometres on a Saturday and calling it an easy day. The gap between you and the average is wider than the gap between you and your younger self. The comparison that matters is not the one that makes you feel worse.

But the position you are declining from is so far above the population average that the word "decline" barely captures it. You are not getting worse. You are getting slightly less extraordinary. That is a fundamentally different story.
A Sample Training Week for the Over-50 Cyclist
Here is what a well-structured week looks like. Adjust volumes to your current fitness and available time, but keep the structure — especially the spacing between hard sessions and the two strength sessions.
Monday: Rest day or very easy 30-minute spin. No intensity. This is a genuine recovery day.
Tuesday: VO2max intervals. Warm up for 20 minutes building gradually. Main set: 4 x 4 minutes at 106-115% FTP with 4 minutes easy recovery between. Cool down for 10 minutes. Total ride: 75 minutes. Use the FTP zone calculator to set exact wattage targets.
Wednesday: Morning — strength session (45-60 minutes, the exercises listed above). Afternoon — easy spin, 30-40 minutes, Zone 1 only. The spin is not training. It is blood flow.
Thursday: Rest day. Complete rest. No riding, no gym. This is where the adaptation from Tuesday's hard session is consolidating.
Friday: Morning — strength session two. Afternoon — easy spin, 30-40 minutes, Zone 1.
Saturday: Long ride. 2.5-3.5 hours, Zone 2 throughout. This is your aerobic base session. Keep it steady, keep it conversational, resist the urge to chase group riders up climbs.
Sunday: Threshold session. Warm up for 20 minutes. Main set: 2 x 15 minutes at 95-100% FTP with 5 minutes easy between. Cool down for 10 minutes. Total ride: 70 minutes. Alternatively, if fatigue is elevated, replace with an easy spin and move the threshold session to the following Tuesday, pushing the VO2max session to Friday. Weekly totals: 6-8 hours of cycling across 4-5 sessions, two strength sessions. Two hard bike sessions, separated by five days. Two strength sessions, each followed by an easy spin rather than a hard ride. Two full rest days.
The temptation will be to add a fourth or fifth hard effort. Resist it. The structure works because the recovery is built in, not bolted on.
Putting It Together
The evidence is clear on what cycling over 50 requires: fewer hard sessions, more recovery between them, structured strength work to fight sarcopenia, more protein to overcome anabolic resistance, and sleep treated as the highest-priority recovery tool you have. None of this is complicated. Most of it is the opposite of what the "more is more" culture of amateur cycling encourages.
The decline is real. It is also slower than the internet suggests, more manageable than most riders believe, and partly a product of detraining rather than pure biology. A 50-year-old cyclist who trains with structure, recovers with intention, and strength trains with consistency is not managing decline. They are maintaining a level of physiological function that places them in the top 5% of the population.
