  • The cyclic sighing technique is the single most practical thing I have picked up from sport psychology. Two inhales through the nose, long exhale out the mouth. You can do it on the start line and nobody knows.

Your alarm goes off at 5:30am and your heart rate is already sitting at 75. You have not done anything yet. You have not even put your feet on the floor. But your brain has already fast-forwarded through the drive, the sign-on, the start line, and the first corner — and it has found something to worry about at every single point.

This is not weakness. This is your nervous system working exactly as designed. The problem is not the anxiety. The problem is that most cyclists have no structured plan for what to do with it.

We covered the science of reframing — turning nerves into fuel — in a separate piece. This one is different. This is the practical toolkit. The specific protocols, timings, and sequences that give you something to do when the anxiety shows up. Because it will show up. Every time. The goal is not to make it disappear. The goal is to have a response ready.

The physiology of what is happening to you

When your brain perceives a high-stakes, uncertain-outcome event — which is exactly what a race is — it triggers the hypothalamic-pituitary-adrenal (HPA) axis. This is the same system that kept your ancestors alive when a predator appeared. It does not care that the threat is a 90km sportive and not a sabre-toothed cat. The response is the same.

Adrenaline hits first. It is fast-acting. Your heart rate climbs, your pupils dilate, your blood pressure rises, and your muscles receive more glucose. This happens within seconds of the perceived threat. For a cyclist, this means your heart rate can sit 20-30 beats above resting before you have even touched the bike.

Cortisol follows. It is slower — taking 15-20 minutes to reach peak levels — but it lasts longer. Cortisol mobilises energy stores, increases blood glucose availability, and heightens alertness. In moderate amounts, it is a performance enhancer. In excessive amounts sustained over hours, it suppresses immune function, disrupts digestion, and impairs decision-making.

The gut disturbance is real and has a specific mechanism. The sympathetic nervous system diverts blood away from the digestive tract toward skeletal muscles. At the same time, it accelerates gut motility — your body is literally trying to empty your stomach so it can focus resources elsewhere. This is why race morning nausea and the portaloo queue are universal experiences, not signs that something is wrong with you.

The key insight from the research is that this entire cascade — elevated heart rate, sweating, GI disturbance, hypervigilance — is physiologically indistinguishable from excitement. The same hormones. The same neural pathways. The same physical sensations. What differs is the label your brain puts on it. And that label determines whether the arousal helps or hinders your performance.

The warm-up that settles everything

If there is one thing in this toolkit that does more than everything else combined, it is the warm-up. Not because warming up is some revolutionary concept. Because of what it does to the anxiety response specifically.

A structured pre-race warm-up achieves three things simultaneously. First, it gives the excess adrenaline somewhere to go. You are converting nervous energy into physical output — pedal strokes, watts, movement. Second, it provides the brain with evidence that the body is functioning. Your legs work. Your lungs work. The bike works. Each confirmed data point reduces the uncertainty that fuels the anxiety loop. Third, it occupies your attention. You cannot spiral about the first corner when you are focused on hitting a specific wattage.

The protocol matters. A warm-up that is too easy does not engage the stress response. A warm-up that is too hard creates fatigue that compounds the problem. The research supports the following structure for a road race or sportive:

Start with 10 minutes at 55-65 per cent of FTP. Easy spinning. The purpose is blood flow and joint lubrication. Breathe through the nose if you can — it activates the parasympathetic nervous system and begins to modulate the arousal level.

Then do 5 minutes at 75-85 per cent of FTP. This is tempo territory. Your heart rate climbs, your respiratory rate increases, and your body transitions from rest to work. This is where you start to feel the anxiety shift from "something is wrong" to "I am getting ready."

Include two or three short efforts of 15-20 seconds at 110-120 per cent of FTP with full recovery between them. These openers prime the neuromuscular system and give you the sensation of speed. They also burn off the peak of the adrenaline spike. After a sharp effort, the parasympathetic rebound brings your resting heart rate down lower than it was before.

Finish with 2-3 minutes of easy spinning and stop 5-10 minutes before the start. This gap allows your heart rate to settle while keeping the physiological priming active. It is also when you perform your breathing protocol.

If you are racing on a turbo trainer before an event with a staged start, this structure works perfectly. If you cannot warm up on the bike — some sportives do not have the space — a brisk walk or light jog combined with leg swings and bodyweight lunges achieves 70 per cent of the same effect. Something is always better than standing in the start pen with cold muscles and hot thoughts.

Breathing protocols that work under pressure

Breathing is the one physiological process that sits under both autonomic and voluntary control. You can use this to your advantage. By deliberately altering your breathing pattern, you change the balance between the sympathetic (fight-or-flight) and parasympathetic (rest-and-digest) branches of the autonomic nervous system.

Three protocols have evidence behind them:

Cyclic sighing. This comes from Andrew Huberman's lab at Stanford. A double inhale through the nose — first inhale to about two-thirds lung capacity, then a second short inhale to fill the remaining third — followed by a long, slow exhale through the mouth lasting 6-8 seconds. The double inhale re-inflates the collapsed alveoli in the lungs, and the extended exhale activates the vagus nerve, which directly reduces heart rate and blood pressure.

In a 2023 study published in Cell Reports Medicine, cyclic sighing outperformed mindfulness meditation, box breathing, and cyclic hyperventilation for reducing physiological arousal and improving mood. Five cycles — which takes about 90 seconds — is enough to bring heart rate down 10-15 beats per minute in most people.

Cadence-linked breathing. Once the race starts, you cannot close your eyes and do breathing exercises. But you can link your breath to your pedal cadence. At Zone 2 intensity, try a 3:3 pattern — inhale for three pedal strokes, exhale for three. At tempo, shift to 2:2. At threshold and above, breathing becomes automatic and should not be restricted. The pattern gives your brain a rhythmic anchor that displaces the anxious internal monologue.

Extended exhale breathing. If you have 2-3 minutes in the start pen, inhale for 4 seconds through the nose and exhale for 6 seconds through the mouth. The key is that the exhale is longer than the inhale. This ratio stimulates the vagus nerve and shifts the autonomic balance toward parasympathetic dominance. Ten breaths at this ratio takes about 100 seconds and can lower heart rate by 12-18 beats per minute.

Pick one and practise it in training. Not on race morning for the first time. The protocol needs to be automatic — something you can execute without thinking — because on race morning your cognitive bandwidth is already consumed. If you have to remember the steps, you have lost half the benefit.

Building a race morning sequence

The single best thing about a routine is predictability. When your brain is running hot — scanning for threats, catastrophising about outcomes, replaying every training session you missed — a familiar sequence reduces the number of decisions it needs to make. Each decision costs cognitive energy. By the time you reach the start line, you want to have spent as little of that energy as possible.

Build your sequence backwards from the start time. If the race starts at 9:00am:

5:30am — Wake up. Same alarm sound as training days. This is not the morning to try a new alarm tone or a different wake-up routine.

5:45am — Breakfast. The same meal you eat before your Saturday long ride. Porridge with honey and a banana works for most people. Two slices of white toast with jam is another reliable option. The food should be familiar, moderate in volume, high in easily digestible carbohydrates, and low in fibre and fat. No new foods. No experimentation.

6:15am — Coffee if you use it. Same dose as training. Caffeine increases alertness, which is good, but it also amplifies the sympathetic response, which means it can intensify anxiety symptoms. If caffeine makes you jittery in training, reduce the dose on race morning rather than eliminating it. Withdrawal headaches on race day are worse than mild jitters.

7:15am — Arrive at the venue. 90 minutes before the start gives you time for sign-on, kit check, a toilet visit, and the warm-up without feeling rushed. Time pressure is an anxiety multiplier. Arriving with a buffer eliminates it.

7:45am — Warm-up on the turbo or the road using the protocol above.

8:10am — Warm-up complete. Toilet visit. Kit check — tyres, bottles, nutrition in pockets. Each task is a confirmation that removes one thing from the worry list.

8:30am — Move to the start area. This is when you do your breathing protocol. Five cycles of cyclic sighing or 10 extended-exhale breaths.

8:50am — Start pen. Legs are warm, breathing is settled, the sequence has carried you from the car park to here without requiring you to make a single unexpected decision.

Write this sequence down. Put it in the notes app on your phone. Laminate it and tape it to your turbo trainer if you have to. The purpose is not the document itself — it is that when race morning anxiety tells you "something is going to go wrong," you can look at the list and see that you have covered everything.

The first 10 minutes: where anxiety costs watts

More races are lost in the first 10 minutes than at any other point. And the mechanism is almost always the same: the adrenaline surge at the start drives power output 15-25 per cent above the planned target, and the resulting anaerobic debt spends the next two hours collecting interest.

If you have a power meter, give yourself a hard ceiling for the first 10 minutes. Not a target — a ceiling. In a sportive, this might be 85 per cent of FTP. In a road race, it depends on the opening terrain, but the principle is the same: have a number that keeps the adrenaline in check.

If you do not have a power meter, use cadence as a proxy. Anxiety tends to push cadence down — riders mash a big gear because the high tension feels like effort, which satisfies the part of the brain that wants to "do something." Deliberately keeping cadence above 85rpm forces lighter gears and lower torque, which limits the power spike without requiring you to stare at a wattage number.

Heart rate is unreliable in the opening minutes because the anxiety-driven elevation has not yet settled. Do not use heart rate as a pacing tool until at least 15-20 minutes into the event.

The other first-10-minute trap is positional anxiety. In a mass-start event, riders around you are surging and you feel the urge to match every acceleration. Remind yourself that the riders flying off the front in the first kilometre are the same riders you will pass at 60km. Your job is not to respond to their adrenaline. Your job is to execute your plan.

Visualisation: the protocol that actually works

Visualisation has an image problem in cycling. It sounds like something a motivational speaker would suggest between sessions on manifesting abundance. But the research is robust, and the practical application is simpler than you would expect.

Motor imagery — visualising the physical act of cycling — activates the same motor cortex pathways that fire during actual movement. When you imagine pedalling up a climb, the neurons responsible for that movement pattern fire at reduced intensity. This is not metaphorical. It shows up on fMRI scans. The brain does not fully distinguish between vivid imagination and actual execution.

For race-day anxiety, visualisation works by reducing novelty. Anxiety is partly a response to the unknown. If you have mentally rehearsed the start, the first corner, the key climb, and the finishing stretch, those moments arrive with a degree of familiarity that dampens the threat response.

The protocol: sit quietly for 5-10 minutes the evening before the race. Close your eyes and run through the event from start to finish. Do not just see it — feel it. The weight of the bike as you clip in. The sound of 200 people clicking into pedals. The sensation of the first pedal stroke. The wind on your face as the group gets up to speed. The burn in your legs on the main climb. The relief of the descent.

Include one or two "pressure moments" — the points where you anticipate anxiety peaking — and rehearse your response. At the base of the big climb, you feel your heart rate rise. You take three cyclic sighs. You check your cadence. You settle into your pace. By the time the real moment arrives, your brain has already processed it.

Elite athletes across every sport use this. The British cycling team under Dave Brailsford integrated visualisation into their marginal gains programme. Chris Hoy described pre-race mental rehearsal as non-negotiable in his preparation. It is not about believing in the power of positive thinking. It is about reducing the gap between expectation and reality so that anxiety has less novel input to feed on.

When anxiety stops being useful

Everything in this toolkit assumes a level of anxiety that is within the normal range — the butterflies, the fast heart rate, the toilet visits, the racing thoughts. These are functional. They are your body preparing for performance.

But there is a line. And when that line is crossed, the response is no longer an asset. It is an obstacle that self-help techniques cannot fully address.

Watch for these signals:

Repeated DNS events. If you have trained for months, driven to the venue, and then turned the car around and gone home — not once as a one-off, but repeatedly — the anxiety has crossed from performance-related to avoidance-driven. This is a different category of problem.

Panic attacks. A panic attack is not just feeling nervous. It is an acute physiological event: chest tightness, difficulty breathing, dizziness, a sense that something catastrophic is about to happen. If you experience these before or during races, breathing techniques alone are insufficient.

Post-event anxiety that lasts more than 48 hours. Normal post-race anxiety dissipates within a day. If you are still ruminating, losing sleep, or feeling dread about the next event three or four days after the last one, the recovery process is stuck.

Anxiety spreading beyond cycling. If race anxiety starts affecting your work, your sleep patterns on non-race weeks, your relationships, or your willingness to ride the bike at all, the problem has outgrown the sporting context.

In any of these cases, working with a sport psychologist who has experience with endurance athletes is the right step. Cognitive behavioural therapy (CBT) has strong evidence for performance anxiety, and a professional can provide structured exposure protocols that are specific to your triggers. This is not a sign of weakness. Professional cyclists — people who race for a living — use sport psychologists. It is a performance tool, the same as a coach or a power meter.

Putting it together

Race-day anxiety is not a fault in the system. It is the system working. The adrenaline is there to make you faster. The cortisol is there to make fuel available. The heightened alertness is there to sharpen your reactions. The entire cascade exists because the body is preparing for exactly the kind of effort you are about to ask of it.

The riders who perform well under pressure are not the ones who feel less anxiety. They are the ones who have a structured response to it. A warm-up that converts nervous energy into physical readiness. A breathing protocol that modulates the arousal level. A race morning sequence that removes decisions. A power ceiling for the first 10 minutes that prevents the adrenaline from running the show.

Build the toolkit. Practise it in training — before hard group rides, before time trials, before interval sessions where the stakes feel lower. By the time race morning arrives, the toolkit should be as automatic as clipping in.
