Your heart rate is sitting at 85 and you are still in the car park. Your hands have that particular clamminess that no amount of wiping on your jersey fixes. The portaloo queue is getting longer and you have been in it twice already. Someone next to you is casually spinning their legs on the turbo and chatting about their intervals this week and you are wondering whether you even remember how to clip in.

This is race-day nerves. And every single person in that car park has them.

The difference — the thing that separates the riders who race well from the riders who implode in the first 10 minutes — is not the presence or absence of nerves. It is what they do with them. The science has finally caught up to what the best sport psychologists have been saying for decades: the goal is not to get rid of the anxiety. The goal is to use it.

What is actually happening inside your body

When your brain registers that a high-stakes event is approaching — one where the outcome matters to you and is not guaranteed — it triggers the sympathetic nervous system. This is the fight-or-flight response, and it is ancient. Your ancestors needed it to survive predator encounters. You need it to race a bike. Same system, different context.

Here is what that cascade actually looks like:

Adrenaline floods the bloodstream. Heart rate climbs. Blood pressure rises. Blood flow redirects from your digestive system (which is why your stomach feels awful) toward your muscles and brain. Your pupils dilate. Reaction time sharpens.

Cortisol follows on a slightly slower timeline. Cortisol liberates stored glucose into the bloodstream, making fuel immediately available for high-intensity effort. It also temporarily increases pain tolerance. Your body is front-loading energy and blunting discomfort in preparation for something demanding.

Muscle tension increases. Your body is priming the musculoskeletal system for rapid, powerful movement. In moderate amounts this improves force production. In excess it creates the tight shoulders, clenched jaw, and restricted breathing that feel so familiar on race morning.

Breathing rate rises. This is your body pre-loading oxygen in anticipation of the demand that is about to come. In the right amount, it is adaptive. When it tips into hyperventilation — short, shallow, upper-chest breathing — it shifts your blood pH and makes the anxiety worse.

Here is the part that changes everything: this entire physiological profile is nearly identical to excitement. Elevated heart rate, adrenaline, cortisol, heightened alertness, muscle readiness. Your body does the same thing when you are terrified and when you are thrilled. The hardware response is the same. The difference is entirely in the software — the story your brain tells about what is happening.

The reappraisal breakthrough

In 2014, Alison Wood Brooks at Harvard Business School published a study that changed how sport psychologists approach pre-competition anxiety. The paper, published in the Journal of Experimental Psychology: General, tested a disarmingly simple intervention.

Participants facing a stressful performance task — public speaking, maths under pressure, karaoke (yes, karaoke) — were given one of three instructions. One group was told to say "I am anxious." Another was told to say "I am calm." The third was told to say "I am excited."

The calm group performed worse than the anxious group. The excited group performed best.

Read that again. Trying to calm down made people worse. Reframing the arousal as excitement made them better.

The mechanism is cognitive reappraisal. Your brain is already in a state of high arousal. Trying to move from high arousal (anxious) to low arousal (calm) is a massive physiological shift — your body is flooded with adrenaline and you are asking it to stand down. That is like trying to stop a train by turning off the engine. The momentum carries you forward regardless, and now you are fighting your own nervous system.

Moving from high arousal (anxious) to high arousal (excited) is a tiny cognitive shift. The body does not need to change. Only the interpretation changes. Instead of "my heart is pounding because something bad is about to happen," you reframe it as "my heart is pounding because something I care about is about to happen." The physiology stays the same. The performance improves.

This is not positive thinking. This is not telling yourself everything is fine. This is recognising that the physical sensations of anxiety and excitement are the same thing wearing different labels — and choosing the label that serves you.

The inverted U: how much arousal is too much

The relationship between anxiety and performance is not linear. It follows what psychologists Robert Yerkes and John Dodson described over a century ago as an inverted-U curve.

Too little arousal — you are flat. Sluggish. The effort feels harder than it should because your body has not mobilised its resources. This is the rider who rolls to a start line feeling nothing, goes through the motions, and wonders afterwards why they rode so poorly. No adrenaline. No urgency. No edge.

Too much arousal — you are overwhelmed. Muscle tension becomes rigidity. Breathing becomes hyperventilation. Decision-making narrows. You cannot read the race, cannot adjust your effort, cannot think past the next 30 seconds. This is the rider who goes out 40 watts above threshold because their body is screaming GO and their brain has left the building.

Moderate arousal — the sweet spot. Alert, energised, focused, but still capable of rational decision-making. Your body has mobilised its resources without overwhelming the control systems. This is where race-day nerves are supposed to sit. Most of the time, what amateur cyclists experience as race-day anxiety is actually moderate arousal mislabelled as a problem.

Here is where it gets really interesting. The peak of the curve — the optimal arousal level — varies by task complexity. For simple, well-practised motor tasks (pedalling a bike in a straight line), higher arousal is fine. For complex tasks (reading a peloton, deciding when to attack, pacing a time trial across variable terrain), lower arousal performs better. A road race demands more cognitive flexibility than a time trial. An echelon requires more real-time decision-making than a solo breakaway.

The implication: your optimal anxiety level shifts depending on the event. A time trial can tolerate more arousal than a criterium. A sportive where you are managing effort over five hours needs less fight-or-flight intensity than a 40-minute circuit race. Your pre-race routine should calibrate to the event, not apply the same template regardless.

Why trying to calm down backfires

If cognitive reappraisal feels like a surprising approach, it is because the standard advice — take deep breaths, relax, calm down — sounds intuitively correct but works against the evidence.

Daniel Wegner's research on thought suppression at Harvard demonstrated what he called the "white bear effect." When people are told not to think about something — a white bear, in the original experiment — they think about it more. The act of monitoring whether you are thinking about the forbidden thing guarantees that you keep thinking about it.

Apply this to race-day anxiety. "Do not be nervous." "Stop worrying." "Just relax." Every one of these instructions requires you to monitor your anxiety, which keeps it in the centre of your attention, which intensifies it. You are watering the plant you are trying to kill.

Suppression strategies also consume cognitive resources. You have a finite amount of mental bandwidth. If a significant portion of it is occupied with the task of not being anxious, there is less available for pacing, tactical decisions, and managing effort. You are fighting a war on two fronts — racing the race and fighting the nerves — with the resources to manage one.

The research from Brooks and from the broader cognitive reappraisal literature points in the same direction: do not try to eliminate the arousal. Redirect it. The nerves are not a bug. They are a feature your body has activated for exactly this kind of situation. The work is in the interpretation, not the elimination.

Building a pre-race routine that actually works

The best pre-race routine is not the one with the cleverest components. It is the one you have done 50 times before. Familiarity is the active ingredient.

Sport psychologist Michael Gervais — who has worked with Olympic athletes and high-performance teams across multiple sports — talks about the power of routines not in terms of the specific activities but in terms of what they replace. A routine displaces decision-making. When your brain is already running hot with anticipation, every small decision (what to eat, when to warm up, where to put your bottles) adds cognitive load. A routine converts those decisions into autopilot sequences. You have done this before. Your brain recognises the pattern. Some of the noise quietens.

Here is a framework. Adapt it to your own race schedule, but keep the structure consistent.

Race morning minus 3 hours

Eat the same breakfast you eat before every hard ride. This is not the morning to experiment with a new porridge recipe or try that cafe's breakfast burrito. Your gut is already compromised by anxiety-related blood flow redistribution. Give it something it recognises. Toast with peanut butter and banana. Porridge with honey. Whatever your thing is. Same thing, every time.

Race morning minus 90 minutes

Arrive at the venue. This is the minimum. Less than 90 minutes and the logistics of parking, signing on, setting up, and warming up become rushed — and rushing adds anxiety on top of the anxiety you already have. More time gives you a buffer for the unexpected: a long sign-on queue, a mechanical, a portaloo situation.

Race morning minus 60 minutes

Equipment check. Tyres, brakes, gears, bottles filled, food in pockets. Run through a mental checklist. This is not about finding problems — it is about confirming that everything is handled. The act of checking creates a sense of control in a situation that otherwise feels unpredictable.

Race morning minus 30-40 minutes

Warm-up. Structured, specific, and familiar. Not a casual spin. A deliberate progression through your heart rate zones with one or two short efforts above threshold to prime the neuromuscular system. The warm-up has a dual purpose: physiological readiness and psychological transition. By the time you finish the warm-up, your body has moved from "anxious in a car park" to "this is a training session I recognise." That shift matters.

Race morning minus 10 minutes

Grid or start area. This is when the final wave of nerves usually hits. Have a plan for this window. Some riders listen to a specific playlist. Some do a brief breathing exercise (more on that below). Some repeat a focus cue — a single word or phrase that directs attention away from the noise and toward the task. "Smooth." "Patient." "First 10 steady."

The specific activities are secondary. The predictability is primary. When everything else is uncertain — the course, the competition, the weather, your own fitness — the routine is the one thing that stays the same. And that stability is calming in a way that telling yourself to calm down never is.

Breathing techniques that actually work

Not all breathing interventions are equal. The evidence supports specific protocols, not vague instructions to "take some deep breaths."

Resonance frequency breathing (6 breaths per minute)

Inhale for 5 seconds. Exhale for 5 seconds. Repeat for 5 minutes. This rate — approximately 6 breaths per minute — aligns with the natural oscillation of the baroreflex, a cardiovascular regulation mechanism. Research published in Applied Psychophysiology and Biofeedback shows that breathing at this rate increases heart rate variability, activates the parasympathetic nervous system, and can reduce resting heart rate by 10-15 bpm within 5 minutes.

The beauty of this protocol is that it does not eliminate arousal. It dials down the excessive edge — the muscle tension, the shallow breathing, the racing thoughts — while leaving the underlying alertness intact. You finish the 5 minutes feeling ready rather than wired.

Extended exhale breathing (4-6 pattern)

Inhale for 4 seconds. Exhale for 6 seconds. The extended exhale specifically stimulates the vagus nerve, which is the primary parasympathetic brake on heart rate. This is the protocol that fits best in the 10-minute window before a race starts, when you need something quick and portable that works while standing on the start line.

Box breathing (4-4-4-4)

Inhale for 4 seconds. Hold for 4 seconds. Exhale for 4 seconds. Hold for 4 seconds. This was developed for use in high-stress military and emergency-response environments — situations where the arousal level is extreme and the need for cognitive clarity is immediate. For most race-day situations, it is more intervention than you need, but it is worth having in the toolkit for those moments when anxiety has tipped well past useful and into overwhelming.

One critical point: do not try any of these for the first time on race morning. Practice them during training. Use the extended exhale technique during interval recovery periods. Use resonance frequency breathing after a hard session as part of your cooldown. When race day arrives, the technique should feel as familiar as clipping in. That familiarity is itself anxiety-reducing.

The first 10 minutes: where nerves wreck races

The opening 10 minutes of any cycling race is where adrenaline does its worst damage. Not because the adrenaline itself is harmful — it is your body doing exactly what it should — but because it distorts your perception of effort.

Here is what happens. Your body has mobilised glucose, elevated your heart rate, increased pain tolerance, and blunted your sense of exertion. Everything feels easier than it actually is. You are burning matches and you do not even feel the heat. Ten minutes later, when the adrenaline surge settles and the real metabolic cost of those opening efforts lands, you are already in a hole.

Every experienced racer knows this. The first lap of a crit feels easy. The group ride sprint out of the car park feels effortless. The time trial start ramp that should be 280 watts goes out at 320 because your legs feel brilliant. Then the bill comes due.

The fix is fixable, and it is entirely mechanical: have a specific power target for the first 10 minutes and obey it regardless of how you feel. If your plan says 250 watts for the opening, ride 250 watts even if your legs are begging you to ride 290. Trust the number over the sensation. The sensation is being distorted by adrenaline. The number is not.

For races without a power meter, the equivalent is a heart rate ceiling for the opening phase. You know your zones. Set a cap. Stay under it for the first 10 minutes. Let the field go if they go too hard. They will come back to you — or they will not, in which case they were going to ride away regardless and your only alternative was to blow up trying to stay with them.

The riders who manage the first 10 minutes well are the riders who race the other 50 minutes from a position of strength. The riders who do not are spending the rest of the race paying off a debt they accumulated before they were even properly racing.

Mid-race anxiety: when nerves come back

Pre-race nerves get most of the attention, but anxiety does not politely disappear once the flag drops. It can reappear mid-race, triggered by specific situations: an unexpected acceleration, a crash ahead, the realisation that you are further back in the group than planned, a climb that arrives sooner than expected.

Mid-race anxiety produces the same physiological cascade as pre-race anxiety — adrenaline, cortisol, elevated heart rate — but it lands on top of existing exercise stress. Your heart rate is already high. Your breathing is already elevated. The additional sympathetic activation can push you past the point where you are making good decisions.

The techniques that work mid-race are simpler than pre-race interventions because you have less bandwidth to implement complex strategies.

Attentional narrowing. Pick one thing to focus on. The wheel in front of you. Your cadence. Your breathing rhythm. Anxiety broadens your attention to scan for threats ("the group is splitting, I am losing position, there is a crash risk in this corner, I do not have enough in my legs"). That scanning consumes energy and amplifies the anxiety. Narrowing your focus to a single controllable element — pedal stroke, breathing, position on the wheel — shuts down the scanning loop.

Process cues. A single word or short phrase that redirects attention. "Smooth." "Patient." "Next pedal stroke." This is the mid-race version of the reframing technique. You are not trying to eliminate the anxiety. You are giving your brain something specific to do instead of spiralling.

Breathing reset. Three slow, deliberate exhales. You cannot do a full 5-minute breathing protocol mid-race, but three extended exhales (longer out than in) are enough to activate the vagal brake and bring heart rate down a few beats. That small reduction can shift you from "panicking" to "racing hard."

Physical check. Drop your shoulders. Unclench your jaw. Loosen your grip on the bars. Anxiety creates physical tension that wastes energy and restricts your breathing. A deliberate physical release — even if it lasts only 10 seconds — breaks the feedback loop between mental tension and physical rigidity.

Experience: the long game

There is no substitute for race starts. No amount of reading, visualisation, or breathing practice fully replicates the specific cocktail of sensations that comes from standing on a start line with a number pinned to your back and 80 other riders around you.

The research on competitive anxiety consistently shows that experience is the single strongest predictor of how well an athlete manages pre-race nerves. Not personality type. Not mental toughness scores on questionnaires. Race experience.

This does not mean the nerves disappear. They do not. Professional cyclists competing in their 200th race still report pre-race nervousness. Grand Tour stage winners have described the same clammy hands and churning stomach that you felt at your first local road race. The difference is not the absence of the feeling. The difference is familiarity with it.

When you have felt the adrenaline surge 50 times, you know what it is. You know it passes. You know that 15 minutes into the race you will be fine. You know that the stomach settles, the hands dry, the breathing normalises. You have evidence — personal, lived, repeated evidence — that the nerves do not predict disaster. They predict readiness.

This is why racing regularly, even in low-priority events, is part of the training. Not for the fitness stimulus (although that is real). For the anxiety exposure. Every race start is a repetition. Every time you experience the nerves and then perform anyway, you are building a library of evidence that says: this feeling does not mean I cannot race. This feeling means I am about to.

For riders early in their racing careers, or returning after a long break, the implication is clear: enter more races. Local crits. Midweek time trials. Club hill climbs. The quality of the event matters less than the repetition of the experience. Each start line reduces the novelty of the next one, and novelty is a primary driver of anxiety intensity.

Putting it all together

Race-day nerves are not a problem to be solved. They are a signal to be interpreted.

Your body is doing exactly what it evolved to do: mobilising resources for a high-stakes physical event. The adrenaline, the cortisol, the elevated heart rate, the heightened alertness — all of it is your biology preparing you to perform. The riders who race well are not the ones who feel nothing. They are the ones who feel everything and channel it correctly.

Reframe, do not suppress. Breathe at 6 breaths per minute, not "just calm down." Have a routine built on familiarity, not novelty. Protect the first 10 minutes with numbers instead of feel. Use simple attentional cues when anxiety returns mid-race. And race often enough that the start line becomes a familiar place.

The nerves are not going away. Good. You need them.
