  • Most cyclists' strength work dies not from laziness but from logistics. Bands fix the logistics problem entirely. They weigh nothing, they fit in a saddlebag, and they work anywhere.
  • The biggest mistake I see is using bands that are too light. If the last three reps don't feel properly difficult, you're going through the motions. Err heavy, especially on hip thrusts and lateral walks.
  • This is not a compromise. For hip stabilisation, glute activation, and travel-friendly strength work, bands are a better tool for the job than the free weights gathering dust in your garage.

You know the pattern. You spend weeks building a solid strength routine at home. You're doing your single-leg work, your hip mobility drills, your core sessions. Things are clicking. Then you go to a training camp. Or a stage race. Or a two-week work trip. The gym disappears, the routine collapses, and by the time you get back, you've lost three weeks of consistency and you're starting from scratch.

This is the gap where most cyclists' strength work goes to die — not from laziness, but from logistics. The exercises require equipment you don't have, space you can't find, or a gym you don't know.

A set of three resistance bands solves every one of those problems. They weigh less than 500 grams combined. They fit in a saddlebag. They work in a hotel room, a campsite, an airport lounge if you've lost all shame. And here's the thing — when programmed correctly, they deliver a strength stimulus that is not just adequate but measurably effective for the movement patterns that matter most on the bike.

This is not a compromise. It's a different tool for a specific job, and in some ways it's better suited to that job than the free weights gathering dust in your garage.

Why Bands Work for Cyclists

The standard argument against bands is that they can't replace heavy loading. That's true. If your goal is to develop maximal force production — the kind of raw strength that moves a heavy barbell — bands are not the answer. But that's not what most cyclists need from their off-bike work.

What cyclists need is activation, stability, and endurance-strength in the muscles that support the pedal stroke and hold your body on the bike for hours. The glutes, the hip stabilisers, the deep core, the upper back. These muscles don't need to be enormously strong. They need to be consistently strong — firing correctly, resisting fatigue, keeping everything aligned while you turn the cranks for three, four, five hours.

Bands excel at this. The constant tension they provide keeps the target muscle under load through the entire range of motion — there's no dead spot at the top or bottom where gravity lets you rest. Your muscle is working from the first degree of movement to the last. For endurance-strength work, that continuous tension is arguably more useful than the variable loading of a dumbbell.

There's also the joint-friendliness factor. Bands produce minimal eccentric load — the lowering phase of an exercise where most muscle damage and soreness occur. For riders over 35, whose connective tissue recovers more slowly and whose joints have accumulated more mileage, this matters. You get the strength stimulus without the two days of DOMS that make you sit awkwardly on the saddle.

Dr Stuart McGill, the spinal biomechanist whose work has shaped how most physiotherapists approach back and core training, has spoken extensively about the value of band exercises for building muscular endurance without compressive spinal loading. For cyclists — who already spend hours in a flexed position loading the lumbar spine — this distinction is significant.

The Accommodation Resistance Advantage

Here's where bands do something that free weights physically cannot.

When you lift a dumbbell, the resistance is constant throughout the range of motion. Ten kilograms at the bottom is ten kilograms at the top. But your muscles are not equally strong throughout the range. At the bottom of a hip thrust, when the hip is fully flexed, you're mechanically weaker. At the top, when the hip is fully extended, you're stronger. The dumbbell doesn't care about this. It applies the same load regardless of where you are in the movement, which means the weight is limited by your weakest point.

Bands flip this. The resistance increases as the band stretches, which means the exercise gets harder as you move into the range where you're mechanically strongest. This is called accommodating resistance, and it has a specific benefit for cyclists.

Think about the pedal stroke. The force you produce isn't constant through the full 360 degrees. It peaks during the power phase — roughly from one o'clock to five o'clock on the clock face — when the hip and knee are extending and you're driving the pedal downward. The force curve matches the accommodation curve of a band: low force at the start of the movement, rising to a peak as the limb extends.

Research published in the Journal of Strength and Conditioning Research has demonstrated that accommodating resistance training produces comparable or superior strength gains to constant-load training when the exercises are programmed at appropriate intensities. The mechanism is straightforward: the band forces the muscle to produce maximal effort at the point in the range where it is most capable of doing so. Nothing is wasted.

For cyclists, this means band exercises naturally train the force-production pattern you actually use on the bike. It's specificity without trying to be specific.

The Eight Exercises: Cycling-Specific Band Work

Every exercise here was selected because it trains a movement pattern or muscle group that directly affects cycling performance. No filler, no exercises chosen because they look interesting. Eight movements that cover hip extension, hip stabilisation, core anti-rotation, upper back endurance, and posterior chain work.

1. Banded Hip Thrust

What it trains: Glute max — the primary hip extensor and the single biggest force producer in the pedal stroke. If your glutes aren't firing properly, your hamstrings and lower back pick up the work, and that's a recipe for tightness, pain, and diminished power.

Setup: Sit on the floor with your upper back against a bench, sofa, or sturdy chair. Feet flat on the floor, hip-width apart, knees bent to roughly 90 degrees. Loop a band across your hips, pinning both ends to the floor under your feet. The band should be taut but not stretched when you're in the bottom position.

The movement: Drive through your heels, pushing your hips towards the ceiling until your body forms a straight line from shoulders to knees. Squeeze the glutes hard at the top — a genuine, full contraction, not a token effort. Hold for two seconds. Lower under control. That's one rep.

Form cues: Don't hyperextend the lower back at the top. The movement ends when the hips are level with the shoulders and knees — not when your back arches into a bridge. Keep your chin tucked slightly to prevent neck strain. Push through heels, not toes.

Band: Medium to heavy. This is a strong muscle group, and most people underestimate how much resistance the glutes can handle. If the top of the movement doesn't feel demanding, the band is too light.

Programme: 3 sets of 12-15 reps. 60 seconds rest. This should be the first exercise in the session — glute activation before everything else.

2. Banded Lateral Walk

What it trains: Gluteus medius — the hip stabiliser that controls knee tracking and prevents the knee from collapsing inward during the pedal stroke. Gluteus medius weakness is the single most common muscular deficit in cyclists, and it's the primary cause of IT band problems and patellofemoral pain.

Setup: Place a loop band around both legs, just above the ankles. Stand in a quarter-squat position — hips back, knees slightly bent, chest up. Feet shoulder-width apart so there's moderate tension on the band.

The movement: Step sideways with one foot, maintaining the quarter-squat position throughout. Follow with the other foot, but don't bring the feet together — keep tension on the band at all times. Take 15 steps in one direction, then 15 back. That's one set.

Form cues: Stay low. The moment you stand up tall, you lose the glute med engagement and start using the tensor fasciae latae instead — a hip flexor that does the wrong job. Keep toes pointing forward, not turned out. Push through the heel of the stepping foot. And resist the urge to rush. Slow, deliberate steps with constant tension.

Band: Medium. You want enough resistance that the last five steps in each direction feel like genuine work, but not so much that your form breaks down and you start waddling.

Programme: 3 sets of 15 steps each direction. 45 seconds rest. Your hips will burn. That's correct.

3. Banded Pull-Apart

What it trains: Rear deltoids, rhomboids, lower traps — the upper back muscles that keep your shoulder blades retracted and your thoracic spine extended. These are the muscles fighting against the cycling hunch, the rounded upper back that creeps in during long rides and eventually becomes your default posture off the bike.

Setup: Stand tall. Hold a light band in front of you at chest height, arms straight, hands shoulder-width apart. Palms facing down.

The movement: Pull the band apart by driving your hands outward and slightly backward, squeezing your shoulder blades together until the band touches your chest. Hold the fully contracted position for two seconds. Return slowly. Don't let the band snap back — control it the entire way.

Form cues: Keep your arms straight — this is a shoulder movement, not an elbow movement. Don't shrug your shoulders up towards your ears; actively pull them down and back. Think about pinching a coin between your shoulder blades and holding it there.

Band: Light. This is a small muscle group performing a high-rep endurance movement. If you start with a medium band, you'll compensate with momentum and upper traps, and you'll miss the muscles you're trying to hit.

Programme: 3 sets of 15-20 reps. 45 seconds rest. These are low-fatigue, high-reward. You can do them daily if you want — between rides, at your desk, during a coffee stop. Your posture will thank you.

4. Banded Pallof Press

What it trains: Anti-rotation core stability — the ability to resist your torso twisting under load. When you pedal, every stroke creates a rotational force through the trunk. Your core's job is not to generate rotation but to resist it, keeping your upper body stable while your legs produce power. The pallof press trains exactly this function.

Setup: Anchor a band at chest height — a door anchor works perfectly, or loop it around a post or railing. Stand side-on to the anchor point, feet shoulder-width apart. Hold the band at your chest with both hands, arms bent.

The movement: Press the band straight out in front of you until your arms are fully extended. The band is trying to pull you towards the anchor — resist it. Hold the extended position for three seconds. Return to your chest. That's one rep. Complete all reps facing one direction, then turn and face the other way.

Form cues: Brace your core before you press — think about tightening a belt around your midsection. Don't let your hips rotate towards the anchor. Don't lean away from the anchor to compensate. The goal is to stand perfectly still and symmetrical while the band tries to twist you. If your trunk is moving, the band is too heavy.

Band: Light to medium. This is a stability exercise, not a strength exercise. The load should be challenging enough that you feel your obliques and deep core working to resist the rotation, but not so heavy that you can't maintain perfect form for all reps.

Programme: 3 sets of 10-12 reps per side. 60 seconds rest. This pairs well with the pull-apart — alternate sets for an efficient upper-body and core block.

5. Banded Clamshell

What it trains: Gluteus medius and deep external rotators of the hip — the same stabilisers targeted by the lateral walk, but in a different plane and with more isolation. The clamshell is a staple of every physiotherapy clinic for good reason: it targets the muscles responsible for knee tracking without compensatory movement from the larger muscle groups.

Setup: Lie on your side with a loop band around both thighs, just above the knees. Hips and knees bent to roughly 45 degrees. Feet together, stacked. Support your head with your bottom arm. Place your top hand on your hip to feel whether it's rolling backward.

The movement: Keeping your feet together, open the top knee towards the ceiling by rotating at the hip. Open as far as you can without your pelvis rolling backward — this is important. Hold the open position for two seconds. Close slowly. Don't let the band pull your knee down — control the return.

Form cues: The most common error is rolling the pelvis backward to create the illusion of more range. Keep your hip bones stacked vertically. If your top hip rolls back, you're using your lower back instead of your glute med. Less range with a stable pelvis is worth more than full range with a rolling pelvis. Also: don't rush. Each rep should take four to five seconds.

Band: Light to medium. The glute med is a small muscle. If the band is too heavy, the TFL takes over, which defeats the purpose entirely.

Programme: 3 sets of 15 per side. 30 seconds rest. These are an ideal activation exercise before any ride — two quick sets of 12 per side to wake up the hip stabilisers before you clip in.

6. Banded Standing Hip Flexion

What it trains: The hip flexors — specifically the psoas and iliacus — which drive the upstroke and the recovery phase of the pedal stroke. Most cyclists think about the downstroke and forget that actively pulling the pedal through the top of the stroke contributes meaningfully to power output, particularly during hard efforts and climbing. The hip flexors also shorten and tighten from hours in the saddle; strengthening them through their full range counteracts this.

Setup: Stand on one foot. Loop a band under the standing foot and around the top of the other foot or ankle. You may need to hold something for balance — a wall, a doorframe, your bike.

The movement: Drive the banded knee upward towards your chest, hip flexing as high as you can control. Hold the top position for two seconds. Lower slowly against the band tension. Don't let the foot drop — control the descent all the way back to the floor.

Form cues: Stay upright. The moment your trunk leans forward, you're using momentum and core flexion rather than pure hip flexion. Stand tall, brace the core gently, and let the hip flexor do the work. The standing leg should remain straight with the glute engaged — this becomes a single-leg balance exercise as well, which is a bonus.

Band: Light to medium. The hip flexors are not a large muscle group, and you want precise, controlled movement rather than heavy resistance.

Programme: 3 sets of 12 per side. 45 seconds rest. Excellent as a pre-ride activation exercise — three sets of 10 per side wakes up the hip flexors and reminds them what their job is before you start pedalling.

7. Banded Push-Up

What it trains: Chest, anterior deltoids, triceps, and shoulder stabilisers — with the band adding accommodating resistance that makes the lockout portion properly demanding. For cyclists, upper body pressing strength matters less for power production and more for positional endurance: the ability to hold yourself on the hoods or drops without your shoulders fatiguing and collapsing forward.

Setup: Loop a band across your upper back, holding each end under your palms. Get into a push-up position — hands slightly wider than shoulder-width, body in a straight line from head to heels, core braced.

The movement: Lower your chest to the floor under control — three seconds down. At the bottom, the band is slack and the push-up is normal difficulty. As you press up, the band stretches and the resistance increases, making the top of the movement significantly harder. Lock out fully at the top and hold for one second.

Form cues: Don't let your hips sag. Don't flare your elbows out to 90 degrees — keep them at roughly 45 degrees to the body. If standard push-ups are too difficult with the band, start with bodyweight push-ups and add the band once you can comfortably do 3 sets of 15.

Band: Light. Even a light band adds substantial resistance at the top of a push-up because of the stretch length across your back. Start lighter than you think.

Programme: 3 sets of 10-15 reps. 60 seconds rest. If banded push-ups are too easy with a light band, slow the tempo rather than jumping to a heavier band. A five-second descent with a two-second hold at the bottom will humble anyone.

8. Banded Good Morning

What it trains: The entire posterior chain — hamstrings, glutes, and erector spinae — through a hip hinge pattern that loads these muscles without significant spinal compression. Let me be really clear about what this exercise is: it's a standing hip hinge, not a back extension and not a loaded spinal flexion. You're bowing forward at the hips with a straight back, then driving back up. The band provides resistance through the hinge, loading the hamstrings and glutes concentrically.

Setup: Stand on the centre of a long band with both feet, hip-width apart. Loop the other end over your head and behind your neck, across the upper traps. Hold the band at your shoulders to keep it in place. Stand tall to start — there should be moderate tension in the band at the top position.

The movement: Push your hips backward, hinging forward at the hips while keeping your back flat and your knees slightly bent. Think about pushing your backside towards the wall behind you. Hinge until your torso is roughly 45 degrees from vertical — you'll feel a strong stretch in the hamstrings. Drive your hips forward to return to standing, squeezing the glutes at the top.

Form cues: This is a hip hinge, not a back bend. Your spine should stay neutral throughout — no rounding, no arching. The movement comes entirely from the hips. Keep a slight bend in the knees but don't turn this into a squatting motion. If your hamstrings are tight, your range will be limited. That's fine. Work within the range you have with good form.

Band: Medium. You need enough resistance to make the hip extension properly challenging, but not so much that you can't maintain a flat back throughout the movement.

Programme: 3 sets of 12-15 reps. 60 seconds rest. This is a posterior chain exercise that works well at the end of a session when the glutes and hamstrings are already primed from the earlier exercises.

Programming: How to Fit Band Work Into Your Training Week

The programme structure is straightforward: 2-3 sessions per week, 20-30 minutes each, with at least one day between full sessions. The key is placing them where they support your riding rather than compete with it.

Option A — Pre-ride activation (10 minutes, light band only):

Pick three exercises from the list — clamshells, lateral walks, and standing hip flexion are the best activation trio. Two sets of 12 per side with a light band. This wakes up the glutes and hip stabilisers before you clip in, which improves knee tracking and pedalling efficiency from the first pedal stroke. Do this before every ride if you can. It takes less time than filling your bottles.

Option B — Standalone strength session (25-30 minutes, mixed bands):

Schedule on easy ride days or rest days. Never before a hard interval session — you want fresh muscles for those efforts, not muscles that are already fatigued from band work.

Pick four to five exercises. A solid default session:

  1. Banded hip thrust — 3 x 15, heavy band
  2. Banded lateral walk — 3 x 15 steps each way, medium band
  3. Banded pallof press — 3 x 12 per side, light-medium band
  4. Banded good morning — 3 x 12, medium band

Total time including a brief warm-up: 25 minutes. Rotate exercises across sessions so you hit all eight over the course of a week. Don't try to do all eight in one session — that's too much volume and too much time.

Option C — Combined activation plus strength (20 minutes):

If you only have time for one format, do a hybrid. Light activation work (clamshells, lateral walks) as the warm-up, then two or three heavier exercises (hip thrusts, good mornings, push-ups) as the main block. This covers both neuromuscular activation and genuine strength stimulus in a single efficient session.

Sets and reps guidance: 3 sets of 12-15 reps for most exercises. Rest 45-60 seconds between sets. The final three reps of each set should feel difficult — not impossible, but demanding enough that your form starts to require concentration. If the last rep feels the same as the first, increase the band resistance.

Weekly structure example for a rider training six days:

  • Monday: Easy ride + pre-ride activation (10 min, light band)
  • Tuesday: Interval session, no band work
  • Wednesday: Rest day — standalone band session (25 min)
  • Thursday: Tempo ride + pre-ride activation (10 min, light band)
  • Friday: Easy ride or rest
  • Saturday: Standalone band session (25 min)
  • Sunday: Long ride + pre-ride activation (10 min, light band)

That's two standalone sessions and three quick activation sessions, totalling roughly 80 minutes per week. If that's too much, drop the Saturday session and the Friday activation. The minimum effective dose is two sessions per week — one activation, one strength.

The Travel Routine: 25 Minutes, No Excuses

This is where bands earn their keep. You're at a training camp in Girona, or a sportive weekend, or a business trip with early morning rides. There's no gym. There's barely a floor. Here's the routine.

Warm-up (3 minutes): 10 bodyweight squats, 10 leg swings each leg, 20 marching steps with high knees. Get the blood moving.

Circuit — perform each exercise back to back, rest 90 seconds between rounds, complete 3 rounds:

  1. Banded hip thrust — 15 reps, heavy band
  2. Banded lateral walk — 12 steps each way, medium band
  3. Banded clamshell — 12 per side, medium band
  4. Banded pull-apart — 15 reps, light band
  5. Banded good morning — 12 reps, medium band

Total time: 22-25 minutes. No anchor point needed for any of these exercises. Floor space equivalent to a yoga mat. Three bands — light, medium, heavy — tucked into the corner of your suitcase.

This routine won't build new strength. It will maintain what you've built. And that's the point. The strength you lose during a two-week trip takes four to six weeks to rebuild. The strength you maintain during a two-week trip is still there when you get home, ready to be progressed.

The best training camp in the world is wasted if you spend it eroding the off-bike work that keeps your body functioning. Twenty-five minutes in the hotel room before breakfast. Every morning. Non-negotiable.

Choosing the Right Bands

Not all bands are equal, and buying the wrong type is the most common reason people give up on band training before it has a chance to work.

Loop bands (also called hip circles or mini bands): Flat, closed loops, usually 30-60 cm in circumference. Used for lateral walks, clamshells, and any exercise where the band goes around the legs. Buy a set of three — light, medium, heavy. Fabric-covered bands are more comfortable against the skin than plain latex and don't roll up the thighs.

Long loop bands (also called pull-up bands or power bands): Large closed loops, roughly 100-120 cm in circumference. Used for hip thrusts, good mornings, pallof presses, pull-aparts, and any exercise where you need variable anchor points. Again, buy a set of three. These are typically colour-coded: yellow or red for light (5-15 kg), green or black for medium (15-25 kg), purple or blue for heavy (25-40 kg). Brands vary, so check the resistance rating.

What to avoid: Tube bands with handles. They look convenient, but the handles limit your grip options and the tubes degrade faster than flat bands. Flat loop bands are more versatile, more durable, and cheaper.

Budget: A complete set of six bands — three mini loops and three long loops — costs $25-40 from reputable brands. That's less than one month of a gym membership, and they'll last two to three years with regular use. Replace them when they show visible cracks, white stress marks in the latex, or lose noticeable elasticity. A snapped band during a hip thrust is an experience you only want once.

Common Mistakes

Using bands that are too light. This is the big one. People associate bands with rehabilitation and warm-up, so they default to light resistance for everything. The glutes are strong muscles. They need real resistance to adapt. If you're doing banded hip thrusts with a light band and it feels easy, you're wasting your time. The last three reps should require concentration and effort. Err heavy.

Moving too fast. Band exercises work because of time under tension. Whipping through reps with momentum — letting the band snap back on each rep, bouncing at the bottom, rushing through the range — eliminates the sustained tension that makes bands effective. Slow down. Three seconds on the way up, hold, three seconds on the way down. Control the band; don't let it control you.

Using the wrong band for the exercise. Heavy bands for pull-aparts will wreck your shoulders and teach you to use momentum. Light bands for hip thrusts will do nothing. Match the band to the muscle group: light for upper back and isolation work, medium for most lower body exercises, heavy for hip thrusts and good mornings. Skipping the hold at the end range. The isometric hold at the top of each rep — two seconds for most exercises — is where the majority of the stabilisation benefit comes from. It's also the most uncomfortable part, which is why people skip it. Don't. The hold is the exercise. Everything else is just getting there.

Doing band work before hard rides. Pre-ride activation with a light band is fine and beneficial. A full 25-minute strength session with medium and heavy bands before an interval workout is sabotage. Your legs will be pre-fatigued, your power numbers will be down, and you'll get less out of both the band work and the ride. Sequence matters. Hard rides get fresh legs.

Neglecting progressive overload. Bands don't have incremental weight plates, but you can still progress. Move from light to medium to heavy bands. Add reps. Add sets. Slow the tempo. Add a longer hold. Combine exercises into supersets. If you're doing the same routine with the same band and the same reps three months later, you've stopped adapting. The principles of progressive overload apply to band training just as much as any other modality.

A set of resistance bands is the most portable, cost-effective, joint-friendly strength tool available to cyclists. It won't replace a well-structured gym programme for riders chasing maximal strength. But for activation, hip stability, core anti-rotation, and posterior chain maintenance — the work that actually keeps you healthy and riding without pain — bands deliver. They work at home. They work on the road. They work in the fifteen minutes between waking up and clipping in.

Get a set. Learn the eight exercises. Do the work. Twenty minutes, three times a week, and your body will repay you with fewer aches, straighter knees, and a more stable position on the bike. Can resistance bands actually build strength or are they just for warm-ups?
Bands build genuine strength when the resistance is high enough and the programming is progressive. Do I need a door anchor or can I do everything without one?

A door anchor costs a few dollars and is worth packing for travel.
