HOW TO PREPARE FOR A CYCLING TRAINING CAMP — AND ACTUALLY COME HOME FASTER

  • I have run enough camps now to know the pattern. The riders who get faster are not the ones who rode the hardest. They are the ones who prepared for the load four weeks out, managed fatigue day by day, and then did almost nothing for ten days afterwards. The camp is just the stimulus — the fitness is built either side of it.
  • Day one pacing is the single biggest predictor of whether camp goes well or badly. I have watched riders go ten to fifteen per cent above their planned daily load on day one and then crack by day four. You lose the most productive training days of the week chasing a buzz on the first afternoon.
  • The post-camp recovery period is where everyone goes wrong. When I had Joe Friel on the podcast, his supercompensation model made it crystal clear — performance drops before it rises. I know the temptation to capitalise on the momentum, but give it ten days. The fitness will come.

A training camp is the most concentrated fitness stimulus most amateur cyclists will ever experience. Five to seven days of big volume, stacked back to back, in terrain that asks more of you than your regular Tuesday night chain gang. Done well, a camp can deliver the equivalent of four to six weeks of structured training in a single block. Done badly, it delivers fatigue, illness, and a form hole that takes a month to climb out of.

Here is the thing nobody tells you about training camps. The riders who come home faster are not the ones who rode the hardest. They are the ones who prepared for the load, managed the fatigue day by day, fuelled properly for consecutive big efforts, and then — this is the part almost everyone gets wrong — did almost nothing for 10 days afterwards while their body absorbed the work.

The camp itself is just the stimulus. The fitness is built in the weeks before and the days after.

The 4-Week Pre-Camp Ramp

Most riders treat a training camp as an event that starts when they land in Mallorca or Girona. It does not. It starts four weeks before departure, because the single biggest determinant of whether camp goes well or badly is whether your body is prepared for the volume.

If you normally ride 8-10 hours a week and you arrive at a camp doing 4-5 hours a day for seven days, that is a 150-200% increase in training load in a single week. Your muscles can probably handle it. Your tendons, your immune system, your glycogen stores, and your ability to sleep through accumulated fatigue cannot. Not without preparation.

Weeks 4 to 2: Build the Volume Floor

The goal across these three weeks is simple. Progressively raise your weekly training volume so that the jump to camp load is a stretch, not a shock.

Week 4 before camp: Add 10% to your normal weekly volume. If you ride 9 hours, ride 10. The extra volume comes from extending your longest ride by 30-45 minutes, not from adding a sixth or seventh session. Keep intensity where it normally sits — this is a volume ramp, not an intensity ramp.

Week 3 before camp: Add another 10-15%. You are now at 110-125% of normal volume. Include one back-to-back weekend — a longer Saturday ride followed by a moderate Sunday ride — to start conditioning your body for consecutive days of load. This is where you practise your on-bike fuelling for sustained efforts, because getting nutrition wrong at camp is a mistake that compounds across every subsequent day.

Week 2 before camp: Hold or slightly increase the volume from week 3. This is the highest-volume week of the ramp. Two key sessions this week: another back-to-back weekend, and one ride that mirrors the terrain you will encounter at camp. If you are heading to the mountains, find hills. If the camp is in Girona and you will be riding 3-4 hour rolling routes through the Emporda, ride rolling terrain at a similar pace. Specificity matters.

The progression looks like this for a rider who normally trains 9 hours per week:

  • Week 4 out: 10 hours
  • Week 3 out: 11 hours
  • Week 2 out: 11.5-12 hours
  • Week 1 out (taper): 6-7 hours

That final week is critical. And most riders get it wrong.

Week 1: The Pre-Camp Taper

The instinct the week before camp is to squeeze in one more big ride, one more hard session, one more block of volume. The logic feels right — bank as much fitness as possible before the big week. The logic is wrong.

What actually works is dropping volume by 40-50% while maintaining intensity in two short, sharp sessions. This is not a race taper — you are not trying to arrive at a single-day peak. You are trying to arrive with full glycogen stores, a rested neuromuscular system, and legs that are ready to absorb load rather than already carrying it.

Monday: Rest or very easy 45-minute spin.

Tuesday: 60-75 minutes with 4 x 5-minute efforts at FTP. Short, sharp, just enough to keep the top end of the engine awake. Full recovery between efforts.

Wednesday: Rest.

Thursday: 60 minutes with 6 x 30-second accelerations to VO2max pace. Again, the goal is neuromuscular activation, not training stimulus. These should feel crisp, not draining.

Friday: Rest or travel day. If travelling, move, walk, stretch. Long-haul flights and cramped transfer buses are the enemy of fresh legs.

Saturday/Sunday: Arrive at camp. If you ride, make it a short spin to shake the travel out. Nothing more.

The riders who arrive at camp having just done a big week of training because they were "afraid of losing fitness" are the ones filling up their water bottles at the back of the group by day 4. Arrival freshness is not optional. It is the foundation everything else is built on.

During Camp: The Day-by-Day Structure

Here is where it gets really interesting, because the difference between a camp that builds fitness and a camp that just accumulates fatigue comes down to daily structure. Every day at camp is a decision about how much to spend and how much to save.

The Day 1 Problem

This is the single most important paragraph in this entire piece. Day 1 of a training camp is where most riders waste their camp.

You have arrived fresh. The legs feel good — you tapered, you are rested, you are excited. The terrain is new. The group is motivated. Someone rolls off the front on the first climb and the pace lifts and you think, why not, the legs are good, let me see what I have got.

By lunch you have done 30% more TSS than you planned. It felt great. You barely noticed the extra effort. Here is the problem: the bill does not arrive on day 1. It arrives on day 4, when your glycogen stores are depleted from three consecutive days of over-spending, your legs have lost the spring they had on Monday, and the big mountain stage — the one you specifically came to camp for — is tomorrow.

Let me be really clear about this. Day 1 should be the most disciplined ride of the entire camp. Plan your TSS target before you clip in and stick to it. Sit in the group. Do not chase attacks. Do not contest climbs. Save the legs for the days that matter.

Structuring 5-7 Days of Riding

A well-structured camp is not seven consecutive hard days. It is a pattern of loading and unloading that allows you to accumulate meaningful training stress without burying yourself.

For a 7-day camp, a structure that works:

  • Day 1 (Monday): Moderate. Ride-in day. Moderate distance, steady pace, learn the roads. TSS target: 65-75% of your biggest planned day.
  • Day 2 (Tuesday): Hard. First proper day. Longer ride with structured climbing or intervals. This is where you do real work.
  • Day 3 (Wednesday): Moderate. Steady volume, stay in the group, refuel properly. Think of this as an investment in Thursday.
  • Day 4 (Thursday): Easy or rest. This is the day that separates smart riders from stubborn ones. Your legs feel heavy. The group is going out for a big ride. You ride 90 minutes easy or take the day off entirely. This is not weakness. This is where the camp is won.
  • Day 5 (Friday): Hard. Your best day. The mid-camp recovery day cleared enough fatigue to produce quality efforts, and you still have two days of accumulated adaptation building in the background. The big mountain stage, the long route, the day you came for — put it here.
  • Day 6 (Saturday): Moderate. Steady ride, absorb the previous day, top up the legs for one more.
  • Day 7 (Sunday): Easy to moderate. Ride-out day. Enjoyment ride. Cafe stop. Leave camp feeling good, not destroyed.

The critical principle is this: you cannot ride hard seven days in a row and expect the quality to hold. By day 5 of consecutive hard riding, your power output at the same RPE drops by 8-15%. You are doing the same work with a worse return. The mid-camp recovery day breaks the fatigue accumulation cycle and lets you produce properly high-quality efforts on day 5 and beyond.

When to Go Hard and When to Sit In

On a group ride, there is a constant temptation to contest every climb, chase every acceleration, ride at the front into every headwind. At camp, that temptation is amplified because everyone is motivated and the riding is good.

The rule is simple. On your hard days, ride hard. On your moderate and easy days, sit in the group and let others do the work. There is no training benefit to riding at 85% on a day you have marked as 65%. There is a very real cost — glycogen you will not have tomorrow, muscular fatigue you will carry into your next hard session, sleep disruption from the elevated cortisol of a harder-than-planned effort.

Sitting in is a skill. At camp, it is a survival skill.

Fuelling for Consecutive Big Days

Nutrition at a training camp is not the same as nutrition during normal training. During a normal week, you have rest days between hard sessions. Glycogen replenishes. The body resets. At camp, you are stacking 4-6 hour rides on top of each other with 14-16 hours of recovery between them. The nutritional demands are fundamentally different.

The Carbohydrate Requirement

Here is the number that matters: 8-12g of carbohydrate per kilogram of body weight per day. For a 75kg rider, that is 600-900g of carbohydrate daily. That sounds like a lot because it is a lot. But this is precisely what the research on glycogen resynthesis for consecutive endurance days demands.

A single hard day of riding at camp can burn through 600-800g of stored glycogen. Your body can store roughly 400-600g when fully topped up. The maths is simple — you are spending more than you can store, so you need to be aggressively replenishing from the moment you finish each ride until you clip in the next morning.

On the bike, target 60-90g of carbohydrate per hour. Bars, gels, drink mix, rice cakes — the format matters less than the quantity. If you are not practised at 90g per hour, do not try it for the first time at camp. This is what those pre-camp back-to-back weekends are for. Train the gut before you need the gut.

After the ride, the 30-minute window matters more at camp than at any other point in your training year. A recovery shake or meal with 1.0-1.2g of carbohydrate per kilogram within 30 minutes of finishing accelerates glycogen resynthesis. Then keep eating. Lunch should be substantial. A mid-afternoon snack is not optional. Dinner should be the biggest meal of the day.

Protein for Recovery Across Days

Protein at camp serves a different purpose than during normal training. You are not primarily trying to build new muscle. You are trying to repair the accumulated muscle damage from consecutive days of high-volume riding.

Target 1.6-2.0g of protein per kilogram of body weight, spread across four meals and a pre-bed snack. The pre-bed protein is worth highlighting — research on overnight muscle protein synthesis shows that 30-40g of casein-rich protein before sleep measurably improves next-day recovery markers. At camp, where tomorrow's ride quality depends on tonight's recovery, that marginal gain matters.

Hydration in Heat

If your camp is in Mallorca in April, Girona in May, or the Dolomites in July, you are riding in heat that your body may not be acclimatised to. Dehydration compounds across days — a 2% fluid deficit on day 2 that is not fully corrected by day 3 becomes a 3-4% effective deficit that degrades power output, elevates heart rate, and accelerates glycogen depletion.

Drink to thirst on the bike, but add electrolytes to every bottle. After the ride, weigh yourself. Every kilogram of weight lost during the ride represents roughly a litre of fluid deficit. Replace it, plus 25-50% more to account for ongoing losses. Sodium is the critical electrolyte — 500-1000mg per litre of fluid consumed.

Keep a water bottle by the bed. Drink when you wake up. The small details compound across a week of riding.

Managing Fatigue Accumulation

Fatigue at a training camp does not arrive linearly. It builds in layers. Day 1 and day 2 feel manageable — the legs are fresh, the motivation is high, the body is coping. Day 3 the first signs appear. Morning legs feel heavier than expected. The warm-up takes longer. The same wattage feels harder.

Day 4 is the breaking point for most riders. This is where accumulated glycogen depletion, muscle damage, sleep disruption, and psychological fatigue converge. If you have been pacing well and fuelling properly, day 4 is merely hard. If you over-cooked days 1-3, day 4 is where the camp falls apart.

The Warning Signs

Pay attention to these daily markers. They tell you whether you are accumulating productive fatigue or destructive fatigue.

Morning resting heart rate: A gradual rise of 3-5 bpm across the camp is normal. A spike of 8-10 bpm above baseline on any single morning means you are in trouble. Take that day easy or rest entirely.

Power-to-RPE gap: If 200W felt like RPE 5 on day 1 and feels like RPE 7 on day 4, you are accumulating more fatigue than your body is processing. This is the most reliable daily indicator. The power does not lie, and neither does the perceived effort.

Sleep quality: Disrupted sleep despite physical tiredness — the tired-but-wired pattern — is a sign of elevated cortisol from excessive training stress. If you are lying awake at 2am with aching legs and a racing mind, the next day should be easy or off.

Appetite suppression: Counter-intuitive but important. Heavy training should make you hungry. If you arrive at dinner on day 4 and food does not appeal, your body is under more stress than it can process. Eat anyway — but adjust the next day's ride.

The Mid-Camp Recovery Day

I mentioned this in the daily structure section, but it deserves its own emphasis. The mid-camp recovery day is the most valuable training day of the entire camp. Not because of the training it contains. Because of the training it enables.

A recovery day — 60-90 minutes of genuine Zone 1-2 spinning, or complete rest — on day 4 of a 7-day camp does three things. It allows partial glycogen replenishment. It gives the muscular system a window to begin repairing accumulated micro-damage. And it resets the psychological load so that the final three days feel like a new block rather than a continuation of an increasingly painful one.

The riders who skip the recovery day because "I didn't fly to Mallorca to ride easy" are the same riders sitting in the cafe at the bottom of the big climb on day 6 while the riders who rested are halfway up it with good legs.

TSS and CTL: What Camp Does to Your Training Load

If you track your training with any form of performance management — TrainingPeaks, Intervals.icu, your head unit's load metric — camp will produce the most dramatic shift in your numbers you have ever seen.

A typical amateur riding 8-10 hours per week might accumulate 400-550 TSS weekly. A camp week can produce 800-1,200 TSS. That is a doubling or tripling of your normal training stress in a single week.

In CTL terms, a well-executed camp can add 20-40 points in seven days. Under normal training, that amount of CTL growth takes 4-6 weeks. This is precisely what makes camp so powerful as a training tool — and precisely what makes the post-camp recovery period so critical.

Your ATL — acute training load — will spike dramatically. Your TSB — training stress balance — will plummet into negative territory. Both of these are normal. Both of these are the point. The numbers will look alarming on the PMC chart. They are supposed to.

The mistake is treating those numbers as a problem to be fixed by immediately resuming training. They are not a problem. They are the signal that a large training stimulus has been delivered and the body needs time to absorb it.

Post-Camp Recovery: The 7-10 Day Absorption Period

This is where Joe Friel's supercompensation model matters most. Friel describes a pattern that is consistent across decades of coaching endurance athletes: after a large training stimulus, performance temporarily drops below baseline before rising above it. The bigger the stimulus, the deeper the drop and the higher the eventual rebound — but only if recovery is adequate.

A training camp is the biggest single-block stimulus most amateur cyclists ever experience. The supercompensation response is correspondingly large. And the recovery period needs to match.

The First 3-4 Days Post-Camp

You will feel terrible. This is normal. Your legs will be heavy. Your motivation will be low. Your heart rate will be elevated at rest and your power will be suppressed at any given RPE. Every instinct will tell you that you have lost fitness, that the camp broke you, that you need to get back on the bike and fix it.

Do not listen to that instinct. What you are experiencing is not fitness loss. It is the trough of the supercompensation curve. Your body is in the process of absorbing the largest training block of your year. Interrupting that process with hard training is like pulling a cake out of the oven after 10 minutes because it does not look ready.

Days 1-3 post-camp: Easy spinning only. 45-60 minutes, Zone 1-2, flat terrain or trainer. Or rest. Both are fine. No intervals. No group rides. No Strava segments. No racing.

Days 4-7 Post-Camp

The fog begins to lift. Legs feel slightly less wooden. Motivation starts to return. But you are not recovered. You are partway through recovery.

Days 4-7: Increase ride duration to 60-90 minutes. Stay in Zone 2. Include one ride with 3-4 short tempo efforts (5-8 minutes at Zone 3) to re-engage the muscular system without imposing real training stress. These efforts should feel controlled and smooth. If they feel like work, you are not ready.

Days 7-10 Post-Camp

This is typically when the supercompensation begins to express itself. You clip in for a ride and something feels different. The legs have spring. A power number that felt hard last week feels comfortable. You look down at the head unit and realise you are 10W above your pre-camp norm at the same heart rate.

Days 7-10: Resume structured training. One threshold session. One endurance ride. Keep volume at 70-80% of your pre-camp normal. By the end of this period, you should be back to full training — and the numbers should reflect the camp investment.

Many riders report setting new power PBs within 2-3 weeks of a well-recovered camp. Not because the camp built fitness instantly. Because the camp provided the stimulus and the recovery period allowed the body to build the adaptations. The fitness was earned at camp. It was built during recovery.

The Riders Who Miss It

Here is where it gets frustrating. A significant number of riders — I see it in the community constantly — come back from camp, feel terrible for three days, panic, and start hammering training sessions to "get their form back." They skip the absorption period entirely. They train through the supercompensation trough.

What happens is predictable. They dig the hole deeper. The fatigue that would have cleared in 10 days extends to three weeks. The fitness gains that camp should have delivered are buried under additional training stress that the body cannot absorb because it is still processing the camp load. They end up in a worse position than before they went to camp.

This is fixable. But only if you know it is coming. And now you know.

Heat Acclimatisation for Warm-Climate Camps

If your camp is in Mallorca, Girona, the Dolomites, or anywhere that is significantly warmer than where you train at home, heat acclimatisation is not optional. It is the difference between riding well and spending the week with an elevated heart rate, suppressed power, and a stomach that will not accept food.

Full heat acclimatisation takes 10-14 days of progressive heat exposure. You probably do not have that luxury. But you can get 60-80% of the benefit with a 7-10 day protocol before departure.

The Home Protocol

Days 10-7 before departure: Start with indoor sessions in a warm room. Close the windows. Turn off the fan. Wear an extra layer. Ride 45-60 minutes at Zone 2 in conditions that make you sweat significantly more than usual. This sounds unpleasant because it is. Your body responds to the heat stress by increasing plasma volume, improving sweat rate, and lowering the core temperature at which sweating begins — all of which help when you arrive at camp.

Days 7-4 before departure: Extend the warm sessions to 60-75 minutes. Add a hot bath or sauna session (15-20 minutes) after one or two rides. The combination of exercise heat and passive heat accelerates the acclimatisation response. Stay hydrated — the whole point is to trigger the body's adaptive response, not to dehydrate yourself.

Days 4-1 before departure: Taper (as described above) but keep one warm indoor session in the mix. You are now tapering volume while maintaining heat exposure.

When you arrive at camp, the first two days still require caution. Ride in the cooler parts of the day if possible. Drink more than you think you need. Accept that your heart rate will be 5-8 bpm higher than normal at the same wattage. That gap closes across the first 48-72 hours as your acclimatisation meets the real conditions.

Roadman runs Girona training camps — and Girona in spring or early autumn sits at 20-28°C, which is warm enough to cause problems for riders coming from northern Europe or the UK in particular. The protocol above is not theoretical. It is practical advice from experience.

Putting It All Together

A training camp is a four-phase project, not a single-week event.

Phase 1 (weeks 4-2 before camp): Build the volume floor. Progressive increases of 10-15% per week. Back-to-back long days on weekends. Practise nutrition at volume.

Phase 2 (week 1 before camp): Taper. Drop volume 40-50%. Keep two short, sharp intensity sessions. Arrive fresh, glycogen-loaded, and mentally eager.

Phase 3 (camp week): Execute the plan. Pace day 1 conservatively. Alternate hard and moderate days. Take the mid-camp recovery day. Fuel aggressively — 8-12g carbohydrate per kilogram per day, 60-90g per hour on the bike, protein at every meal and before bed.

Phase 4 (days 1-10 post-camp): Absorb the load. Easy riding only for the first week. Resume structured training at 70-80% volume in days 7-10. Trust the supercompensation process. Do not train through the fatigue trough.

The riders who execute all four phases come home with a genuine, measurable fitness gain — the kind of step-change that normally takes six to eight weeks of structured training to achieve. The riders who skip the preparation or the recovery end up with a week of hard riding and not much to show for it.

This is precisely what separates a training camp from a cycling holiday. Both involve riding your bike in beautiful places. Only one of them makes you faster.
