CYCLING TRAINING CAMP WEEK PLAN: STRUCTURE, FUEL AND RECOVERY

  • I prefer to identify the rides that make the camp worth doing, then protect them. An optional route is useful because riders never arrive with identical travel, sleep and training history.
  • The morning conversation matters more than a colour on one dashboard. A rider who slept badly, has new pain and says normal power feels abnormally hard needs a different decision from a rider with only heavy legs.
  • A recovery ride earns its name by what it costs. If the terrain or group turns it into another chase, shortening it or resting can protect the next priority day.

A cycling training camp is a concentrated block of riding. That makes it a planning problem: which rides matter, which days can change, how will you notice that the load is no longer productive, and what must be true before hard training resumes at home?

The short answer is to choose two or three priority rides, give every other day a lower-load or optional purpose, and make a fresh readiness decision each morning. A rigid seven-day template cannot account for travel, weather, route changes, illness, training history or how one rider responds to the same group pace.

What the evidence can—and cannot—tell you

Training blocks can work. In one controlled study, well-trained cyclists completed a six-day high-intensity microcycle followed by six days of reduced training. Some performance indicators improved more than with regular training, while several others did not differ (Rønnestad et al., PMID 39639702).

That is evidence about a specific protocol in well-trained cyclists. It is not evidence that every recreational camp should contain five interval sessions, that a week equals a fixed number of normal training weeks, or that a paid camp guarantees a power gain.

Direct evidence does not prove one universal cycling-camp schedule. “Hard-easy-hard” can be a useful coaching shorthand, but it becomes misleading when “easy” is still a three-hour hilly group ride or when the rider arrived after poor sleep and long travel.

Use a framework that can respond to the rider.

Build the week around priority rides

Before the first group briefing, label every planned route:

  • Priority: the ride or session that best serves the camp objective.
  • Endurance: useful volume at a controlled, sustainable cost.
  • Skills or social: descending, group riding, route exploration or an easy cafe ride.
  • Recovery: deliberately low load, with no requirement to keep a nominal distance.
  • Optional: a route that can be shortened or removed without “failing” the camp.

Most riders do not need every day to be priority. Two or three priority rides create a practical structure for many five-to-seven-day camps, but that is a starting point, not an evidence-based quota.

An illustrative seven-day framework

This table is deliberately reversible. Weather may move the long route. A rider may need day 3 off and feel ready on day 4. The operator's safety process and route logistics still take priority.

The 60-second morning readiness check

The IOC load-and-illness consensus recommends monitoring sport and non-sport loads, performance, well-being and clinical symptoms because people can experience the same external work differently (Schwellnus et al., PMCID PMC5013087).

Ask five questions before breakfast or the route briefing:

  1. Health: Any sore throat, feverish feeling, gastrointestinal illness, chest symptoms, acute injury or worsening pain?
  2. Sleep: Was sleep close to normal for this rider, or markedly worse?
  3. Body: Is soreness ordinary and improving with movement, or focal and worsening?
  4. Mind: Is motivation reasonably normal, or is there unusual irritability, low mood or reluctance to ride?
  5. Response: On the warm-up, does an easy pace or power feel approximately normal?

A systematic review found subjective well-being measures responded to training changes with greater sensitivity and consistency than commonly used objective measures (Saw, Main and Gastin, PMCID PMC4789708). That does not make feelings infallible. It means they belong alongside power, heart rate, route load and clinical symptoms—not below them.

Do not let one readiness score overrule obvious illness or acute pain. Equally, do not cancel a day because one wearable changed colour after an unfamiliar bed. Look for a pattern and speak to the guide.

Green, amber and red decisions

Green: ride the purpose

Symptoms are absent, ordinary soreness improves during the warm-up, motivation is normal enough and the expected pace feels familiar. Execute the planned purpose; this is not permission to turn an endurance day into a race.

Amber: change one or more variables

Sleep, soreness, motivation or effort response is meaningfully worse, but no urgent symptom is present. Reduce distance, elevation, intensity or group pace; move the priority ride; choose the support vehicle; or rest. Record what changed and reassess the next morning.

Red: stop and escalate

Fainting, confusion, chest pain, marked breathlessness, severe or rapidly worsening pain, signs of heat illness, a significant crash, or other urgent symptoms need the operator's emergency process and appropriate medical care. Fever or systemic illness is not a test of toughness. This article cannot diagnose a rider or clear a return to exercise.

What “easy” means during camp

A recovery ride should not add meaningful fatigue. It may be a short conversational spin, a skills session or no ride at all. Fixed percentages such as “below 55% of FTP” or “below 65% of maximum heart rate” can be context, but they do not neutralise three hours of hills, heat, technical riding or repeated group surges.

Active recovery is not mandatory. A systematic review found weak evidence that post-exercise active recovery improves later performance and said application should be individualised (Van Hooren and Peake, PMID 29742750). Choose a spin because it feels useful and remains easy, not because “flushing metabolic waste” guarantees faster recovery.

The simplest test is counterfactual: if the ride is likely to reduce the quality or safety of tomorrow's priority route, shorten or remove it.

Fuel the route and the recovery window

There is no reliable basis for saying every camp rider burns 3,500–5,000 calories per day or under-fuels by 30–40%. Energy expenditure changes with body size, duration, intensity, terrain, environment and measurement method.

The 2016 joint sports-nutrition position statement recommends periodising food and fluid to training and recovery demands (Thomas, Erdman and Burke, PMID 26891166). For prolonged endurance work, published guidance commonly progresses from 30–60g carbohydrate per hour toward as much as 90g per hour for trained athletes who tolerate multiple transportable carbohydrates (Beelen, Cermak and van Loon, PMID 25970669).

Use four decisions:

  • What is the planned duration and intensity?
  • What has this rider already practised and tolerated?
  • How soon is the next priority ride?
  • What food and drink are actually available?

Start with the tested plan. Eat before an obvious deficit, have a normal recovery meal, and continue meeting energy needs across the day. A “30-minute window” is not a reason to panic if a proper meal is available slightly later, but rapid refuelling becomes more relevant when recovery time is short.

Sleep before gadgets

Shared rooms, late meals, alcohol, travel and early starts can all reduce sleep opportunity. Athlete sleep consensus recommends an individualised approach rather than one mandatory eight-hour target for everybody (Walsh et al., PMID 33144349).

Ask which nights precede priority rides, then protect those sleep opportunities. Room changes, earplugs, an eye mask, an earlier meal or opting out of a late social activity may help. Do not improvise with sleep medication or supplements during camp; personal medication questions belong with an appropriate clinician or pharmacist.

Compression garments, massage, cold water, stretching and foam rolling can be preferences, not requirements. A 2024 umbrella review of recovery strategies in endurance athletes found no single strategy produced consistent benefits across the evidence (Hooren et al., PMID 38753045).

If a method feels good, is safe for the individual and does not replace food, sleep or a needed load reduction, it can remain optional. Do not promise that elevating the legs or wearing compression will rescue a badly structured week.

After camp: a return-to-training decision

The old promise that adaptation “arrives” exactly 10–14 days after camp confuses a teaching model with an individual forecast. Fatigue and performance can follow different timelines depending on prior load, the camp, travel, sleep, illness and the outcome being measured.

Use a staged decision instead.

Stage 1: travel and restore ordinary function

Rest or move easily around travel. Re-establish normal sleep, meals, hydration and daily routines. Do not schedule a mandatory interval session simply because a calendar says recovery should be complete.

Stage 2: test an easy ride

When daily function is improving and illness symptoms are absent, ride easily. Observe whether ordinary pace or power, heart rate, perceived effort, soreness and motivation are approaching the rider's normal relationship. The goal is information, not a fitness test.

Stage 3: reintroduce one quality session

Add quality only when the easy ride is well tolerated and the following day does not reveal a setback. Keep the first session familiar and controllable. Do not combine a return to intensity with a large volume jump.

Stage 4: rebuild the normal week

If quality is tolerated and well-being remains stable, restore the usual schedule progressively. Measure camp outcome after sufficient recovery with a repeatable session or test—not by one tired ride after the flight.

Persistent fatigue, worsening performance, illness, sleep disturbance or pain deserves a longer reduction and, where appropriate, assessment by a qualified clinician. A fixed recovery week cannot distinguish ordinary fatigue from a problem.

How should I structure a cycling training camp week?
Choose two or three priority rides, then place lower-load, skills, optional or rest days around them. Define the purpose and fallback route for each day before camp. Adjust daily using symptoms, sleep, soreness, fatigue, motivation and how normal pace or power feels. That is a framework, not a universal hard-easy-hard prescription.
How many hard days should a cycling training camp include?
There is no evidence-based number for every rider or itinerary. Two or three priority days is a practical starting point for many camps, but a well-trained rider on a supervised block and a first-time rider after travel are different cases. The correct number is the one that preserves the purpose and quality of the priority rides without worsening warning signs.
Should I take a rest day during cycling camp?

Outcome depends on the rider, prior training, camp load, food, sleep, illness, recovery and the test used. Treat improvement as something to measure after recovery, not as a guaranteed purchase benefit.
