I've looked at Mujika and Padilla's research closely, and even at two weeks the losses are smaller than most riders assume. Most of the dip is plasma volume, and it rebounds within days of riding again.

You have been building this fitness for months. Maybe years. The long Sunday rides through winter. The Tuesday-night intervals when you could have been on the sofa. The early mornings, the structured weeks, the steady upward trend in your training numbers. It has all been adding up.

And now you are looking at a ten-day work trip. Or a fortnight's holiday with the family. Or back-to-back conferences in cities where the closest thing to a bike lane is a hotel corridor. And the anxiety is already doing its thing.

How much am I going to lose? Is this going to undo the last block? Will I come back and feel like I am starting over?

I hear this from riders every single week inside our coaching community. It is one of the most common questions we get, and it is one of the most fixable problems in cycling. Because here is where it gets really interesting: the research on detraining is very clear, and it says you keep far more than you lose. The gap between what riders fear and what actually happens is enormous.

This is a practical guide to maintaining your cycling fitness while you are away from the bike — whether that is five days or three weeks. What to do before you leave, what to do while you are gone, what to do when you get back. All grounded in the physiology, all tested with real riders, all things you can go and do this week.

What Actually Happens When You Stop Riding: 3, 5, 7, and 14 Days Off the Bike

Most of the anxiety around travel comes from not knowing what the timeline actually looks like. Riders imagine their fitness falling off a cliff the moment they step away from the bike. It does not work that way. The decline is a slope, not a cliff, and for the first week it is a very gentle slope.

Three days off. Almost nothing happens. Glycogen stores top up. Muscle damage from recent training repairs. Hormonal markers normalise. If anything, three days is a recovery block that most amateur cyclists should be doing more often. Your FTP does not move. Your VO2max does not move. You lose nothing measurable. Joe Friel has written extensively about how masters riders in particular benefit from an extra rest day precisely because they underestimate how much recovery they need.

Five days off. Blood plasma volume starts to decrease slightly. This is the first domino — less plasma means less blood volume per heartbeat, which means a slightly higher heart rate at any given effort. You might feel this on the first ride back as a sense that things are harder than they should be. But the deep adaptations — mitochondrial density, capillary networks, muscle fibre recruitment patterns — are untouched. The "loss" is almost entirely a fluid shift, and it reverses within two to three rides.

Seven days off. Now we see a small but real dip in VO2max, typically 3-5%. Again, this is driven overwhelmingly by cardiovascular changes — plasma volume and stroke volume — rather than muscular or mitochondrial losses. Your muscles are fine. Your engine is fine. The plumbing has just contracted slightly. Research from the exercise physiology literature consistently shows that one week of inactivity does not meaningfully erode the structural adaptations that took months to build.

Fourteen days off. This is the first real inflection point. VO2max may drop 4-7%. Lactate threshold power can soften by a few per cent. Muscle glycogen storage capacity decreases. Capillary density begins a very slow regression. This is where most riders panic — and where the research gets encouraging, because even at two weeks of complete inactivity, the losses are far smaller than the subjective experience suggests. The first ride back after two weeks feels terrible. The numbers after four or five rides back tell a very different story.

The key insight: almost all of the "fitness loss" you feel after one to two weeks is cardiovascular, not muscular. And cardiovascular fitness is the fastest system to rebuild. Plasma volume bounces back within days. Stroke volume follows shortly after. The thing that took months to build — your aerobic base, your mitochondrial network, your muscle fibre adaptations — that is still largely intact.

What the Detraining Research Actually Says

The most comprehensive work on this comes from Iñigo Mujika and Sabino Padilla, whose reviews of detraining in trained athletes have been cited hundreds of times across sports science. Their findings are more reassuring than most riders expect.

For well-trained endurance athletes — which is what you are if you have been riding consistently for several months — Mujika and Padilla found that short-term detraining (less than four weeks) produces the following pattern:

  • VO2max declines 4-14% over two to four weeks, with the steeper end of that range only appearing in highly trained athletes who had a very high starting point.
  • Blood volume and plasma volume are the first casualties, declining within days.
  • Muscle capillarisation remains stable for two to three weeks.
  • Mitochondrial enzyme activity drops modestly but does not collapse.
  • Muscle fibre type composition is unchanged.

The science has finally caught up with what experienced coaches have known for years. Professor Seiler, whose work on training intensity distribution has shaped modern endurance training, puts it simply: the aerobic base is the most durable layer of fitness. It is built slowly and it fades slowly. What goes quickly is the sharp top end — VO2max efforts, anaerobic capacity, sprint power — and even those only begin to soften meaningfully after ten to fourteen days.

For a cyclist heading off on a one-to-two-week trip, the practical translation is this: you are not going to lose your base. You might lose a thin layer of sharpness. And that sharpness comes back in a fraction of the time it took to build.

Here is the part that changes how you think about travel: Mujika and Padilla also showed that even a minimal training stimulus — as little as two sessions per week at moderate intensity — is enough to maintain nearly all adaptations for up to three weeks. You do not need to replicate your full training programme on the road. You need a handful of sessions, done with intent, and everything stays where you left it.

The Week Before You Leave: How to Bank Fitness Intelligently

Smart riders do not just maintain during travel. They use the pre-travel week strategically.

The concept is simple. In the five to seven days before you leave, increase your training stress moderately — 10-15% above your normal training load. Not a hero week. Not a massive overreach that leaves you shattered. A considered bump in volume or intensity that pushes your body slightly beyond its comfort zone.

Then the travel period becomes your recovery block. Your body supercompensates — absorbs the training stress and adapts — during the time you are away. Done properly, some riders actually come back from a week-long trip fitter than they left, because the forced rest allowed an adaptation they would never have given themselves voluntarily.

How this looks in practice:

If you normally ride four days a week, ride five in the pre-travel week. Add 15-20 minutes to two of those rides.

If you normally do one interval session per week, do two. Keep the second one moderate — tempo or sweet-spot rather than VO2max. The goal is accumulated training stress, not a single massive effort.

If you normally do a long ride on Sunday, push it 20% longer and include some sustained tempo work in the second half.

The day before travel, rest completely. Travel days are fatiguing enough — the sleep disruption, the sitting, the stress of airports and logistics. You do not want to layer travel fatigue on top of training fatigue that has not been absorbed yet.

One thing Joe Friel emphasises for athletes over 40: the recovery from this pre-travel bump takes longer than you think. If you are a masters rider, start the overreach six to seven days before departure rather than three to four. You need the extra absorption time.

On the Road: Hotel Gym Options

Not all travel is created equal. Some hotels have a decent gym with a spin bike. Some have a treadmill and a rack of dumbbells from 2003. Some have nothing. The strategy adjusts accordingly.

If There Is a Spin Bike

This is the best-case scenario. A spin bike is not your bike, the fit will be wrong, and the resistance feel will be different, but it loads the same muscles through the same movement pattern. Two to three sessions of 30-45 minutes on a hotel spin bike, done with intent, will maintain your cycling fitness almost completely.

A useful hotel spin session:

  • 10 minutes easy spinning, find a cadence that feels comfortable on the unfamiliar bike
  • 3 x 5 minutes at tempo effort (RPE 6-7 out of 10), with 2 minutes easy between
  • 5 x 1 minute at hard effort (RPE 8-9), with 1 minute easy between
  • 10 minutes easy cool-down

Total time: roughly 45 minutes. This hits tempo and threshold zones, maintains lactate clearance capacity, and keeps the neuromuscular pattern of pedalling active. Do this twice in a seven-day trip and you will come home with your fitness intact.

If There Is Only a Treadmill

Running works. I will cover this in detail in the next section, but the short version: 20-30 minutes of moderate-effort running on a hotel treadmill is a legitimate cardiovascular maintenance session. The aerobic stimulus transfers across activities. Your VO2max does not care whether it was challenged by pedalling or by running — it responds to the oxygen demand.

If the Gym Is Terrible or Non-Existent

Bodyweight work in your hotel room. This is not nothing. A well-structured 20-minute bodyweight circuit that drives your heart rate into the upper reaches of Zone 2 — or above — provides a meaningful cardiovascular stimulus while simultaneously maintaining cycling-relevant strength. I will lay out specific sessions later in this article.

The Hotel Gym Mindset

The biggest mistake riders make in hotel gyms is trying to replicate a proper training session. They get on the spin bike for 90 minutes or grind through an interval workout designed for their home setup, on equipment that feels terrible, in a gym that is too hot, without their usual hydration and nutrition. They finish feeling flat, wonder why it was so hard, and conclude that hotel training is pointless.

The mindset shift: hotel sessions are not training sessions. They are maintenance doses. Twenty to forty minutes, done with purpose. Get in, do the work, get out. The goal is a stimulus that tells your body we are still doing this — not a session that pushes adaptation. You are preserving, not building. That changes everything about the intensity, the duration, and the expectations.

Running as a Cycling Substitute: What Transfers and How Much Is Enough

Running is the single most effective cross-training activity for cyclists who cannot ride. The cardiovascular overlap is substantial. The equipment requirements are zero. The time efficiency is excellent — 25 minutes of running produces a comparable cardiovascular stimulus to 45-50 minutes of easy cycling, because running loads the body differently and drives heart rate higher for a given perceived effort.

The transfers are well-documented. VO2max is a central cardiovascular adaptation — it measures your body's capacity to transport and use oxygen, regardless of the activity. A runner and a cyclist with the same VO2max are using the same heart, the same lungs, the same oxygen-carrying blood. Running maintains that central engine.

The science has finally caught up with what multisport athletes always knew: aerobic fitness is aerobic fitness. The peripheral adaptations — the specific muscle fibre recruitment, the pedalling efficiency, the cycling economy — are mode-specific. But the heart, the vascular system, the mitochondrial density in slow-twitch fibres — those are maintained by any sustained aerobic activity.

How Much Running Do You Actually Need?

Far less than you think. For a cyclist whose goal is maintenance rather than building running fitness, the dose is modest:

  • Two to three runs per week of 20-30 minutes each
  • Easy to moderate intensity — conversational pace, RPE 5-6 out of 10
  • No intervals, no tempo runs, no hard efforts unless you are already an experienced runner

That is it. Forty to ninety minutes of total running per week maintains your cardiovascular fitness through a two-week cycling break almost completely. Professor Seiler's work on minimum effective dose supports this — the maintenance threshold is far lower than the building threshold.

The Injury Warning

Here is the non-negotiable caveat. If you are not a regular runner, the eccentric loading from running is dramatically higher than cycling. Every footstrike involves your calf muscles, Achilles tendons, and plantar fascia absorbing two to three times your body weight. Cycling is concentric — you push, you do not absorb impact.

Cyclists who suddenly start running 30-40 minutes a day on holiday end up with calf strains, Achilles tendinopathy, shin pain, or plantar fasciitis. I have seen this pattern dozens of times. The cardiovascular fitness they maintained is irrelevant when they cannot walk without pain for two weeks after getting home.

The rules for cyclists running while travelling:

  1. Start with walk-run intervals if you have not run in the past month. Two minutes running, one minute walking, for 20 minutes total. It feels absurdly easy. That is the point.
  2. Soft surfaces first. Hotel treadmill (some cushioning) or a grass/trail route. Not pavement.
  3. Never increase running volume and running intensity at the same time. If you are adding running days, keep them all easy.
  4. Stop if anything in your Achilles, calves, or the soles of your feet feels sharp or hot. Dull fatigue is normal. Sharp pain is a signal.
  5. Bring proper running shoes if you plan to run. Cycling shoes obviously do not work, and fashion trainers from your suitcase are a soft-tissue injury waiting to happen.

A practical travel running plan for a cyclist who runs occasionally:

  • Day 1: 20 minutes easy, flat route or treadmill, include 3-minute walk warm-up
  • Day 3: 25 minutes easy, same intensity, try a different route if possible
  • Day 5: 20 minutes with 4 x 30-second pickups at a brisk pace (not a sprint), easy jogging between
  • Day 7: 25 minutes easy

Four runs in a week, roughly 90 minutes of total running, and your cardiovascular fitness is exactly where you left it. Possibly better, because the novel stimulus challenges your aerobic system through a slightly different pathway.

Bodyweight Sessions That Maintain Cycling-Relevant Strength

You do not need a gym to maintain cycling-specific strength while travelling. You need a hotel room floor and about 20 minutes.

The muscle groups that matter for cyclists are specific: glutes (force production on the pedal), hamstrings (the pull phase and hip stability), core (power transfer from legs to bike), and calf muscles (ankle stabilisation through the pedal stroke). A bodyweight circuit that targets these groups maintains the neuromuscular patterns and the muscle activation thresholds that keep your pedal stroke efficient.

The Hotel Room Circuit

Perform three rounds. Rest 60-90 seconds between rounds. The whole thing takes 18-22 minutes.

Single-leg glute bridge — 12 each side. Lie on your back, one foot on the floor, the other leg extended or bent with foot off the ground. Drive your hips up through the working foot, squeeze at the top for two seconds, lower slowly. This is the single best bodyweight exercise for cycling-specific glute activation. If 12 reps are easy, raise the working foot onto a chair or the edge of the bed.

Reverse lunge — 10 each side. Step back into a lunge, front shin vertical, lower until the back knee is just above the floor, drive back up through the front heel. Keep the torso upright. This loads the quads and glutes through a cycling-relevant single-leg pattern without any spinal compression. If you want more resistance, hold a suitcase or a filled rucksack.

Copenhagen side plank — 20-30 seconds each side. Lie on your side, top foot on a chair or bed, bottom foot either on the floor (easier) or hanging (harder). Lift your hips off the ground and hold. This targets the adductors — the inner thigh muscles that stabilise your pelvis on the saddle and contribute to pedalling efficiency. Most cyclists have weak adductors. You will feel this immediately.

Push-up to downward dog — 10 reps. Standard push-up at the bottom, then as you press up, push your hips high and back into a downward dog position, stretching through the calves and hamstrings. Return to push-up position and repeat. This maintains upper body pushing strength (which matters for climbing out of the saddle and general posture) while simultaneously mobilising the posterior chain.

Dead bug — 10 each side. Lie on your back, arms straight up, knees bent at 90 degrees. Extend one arm overhead and the opposite leg straight, keeping your lower back pressed flat against the floor. Return and switch sides. This is core anti-extension — the exact demand cycling places on your trunk — and it requires zero equipment.

Single-leg calf raise — 15 each side. Stand on one foot on the edge of a step or a sturdy book. Rise up onto the ball of the foot, pause at the top, lower slowly below the step height. This maintains the calf strength and ankle stability that supports an efficient pedal stroke and protects the Achilles tendon. If you are also running during the trip, this becomes doubly important.

Wall sit — 45-60 seconds. Back against the wall, thighs parallel to the floor. A cycling-specific isometric hold that maintains quad endurance. Boring. Effective. Add a magazine on your thighs for extra load if you want to feel like you are truly suffering.

Three rounds of this circuit, three times during a ten-day trip, and your cycling-specific strength stays intact. The sessions are short enough to fit before a meeting or after dinner. No excuses required.

The Resistance Band Option

If you can fit a looped resistance band in your suitcase — and you should, they weigh nothing and take up no space — the options expand significantly.

Banded lateral walk (20 steps each direction) for glute medius, which stabilises the pelvis during single-leg pedalling. Banded hip thrust for more resistance through the glute bridge pattern. Banded pull-apart (15 reps) for posterior shoulder and upper back work that counteracts the rounded-forward cycling posture. Banded pallof press (10 each side) for rotational core stability.

A single medium-resistance looped band turns a hotel room into a perfectly adequate gym for a cyclist's needs. The investment is about $10, it packs flat in any bag, and it is the difference between maintaining strength and losing it.

Finding a Rental Bike or Local Group Ride

Sometimes the best option is to just ride. More cities than you might expect have viable rental options for road cyclists — not the docking-station city bikes with baskets, but actual road bikes available for day hire.

Rental shops and services. Most major cycling destinations — and plenty of non-obvious ones — have bike rental operations that stock decent road bikes. A quick search for "road bike rental [city name]" before you travel usually surfaces options. Expect to pay $40-80 per day for a carbon road bike in most European or North American cities. Some shops offer multi-day discounts.

Bring your pedals. If you plan to rent, throw your own pedals and shoes in the suitcase. Riding in unfamiliar shoes or on flat pedals when you are used to clipless is uncomfortable at best and a knee-pain trigger at worst. Your own pedals on a rental bike makes the experience 80% as good as riding your own machine.

Hotel concierge and local knowledge. Many hotels in cycling-friendly regions can arrange bike hire or point you to local routes. Ask specifically for road cycling routes rather than tourist cycle paths — the difference in quality is enormous.

Local group rides. Nearly every city with a cycling culture has a regular group ride. Check Strava's local routes feature, ask in cycling forums, or search Facebook for local cycling clubs. A group ride in a new city is one of the genuine pleasures of cycling — new roads, different riding culture, riders who are happy to show you around. Most club rides welcome visitors. Just ask about the pace before you clip in.

If you are travelling for work, a morning ride before the conference starts or an evening spin after meetings is often more achievable than you think. Set the alarm 90 minutes earlier than you need to, ride for 60 minutes, shower, and you arrive at breakfast having done more for your fitness — and your mental state — than any amount of hotel gym time could match.

The threshold for maintaining fitness on a bike is low. One proper ride of 60-90 minutes during a week-long trip, combined with one or two bodyweight or running sessions, and you have comprehensively covered the maintenance stimulus. Two rides makes it even better. Three and you are barely detraining at all.

The Week You Come Back: Ramping Up Without Overdoing It

This is where most riders get it wrong. You land home, you are keen, you have been thinking about riding for days. You clip in and immediately try to do a group ride or an interval session at your pre-travel intensity. You either feel terrible and conclude you have lost everything, or you feel fine for one session and then pay for it with dead legs for three days.

The comeback week is a protocol, not an instinct.

Day One Back: Assessment Ride

Ride for 45-60 minutes. Keep it entirely in Zone 2. No efforts, no chasing, no proving anything. Pay attention to how your legs feel, what your heart rate does at easy pace, and how your breathing responds. This is a diagnostic ride. You are gathering information, not training.

If you did maintenance sessions while away, this ride will probably feel surprisingly normal. If you did nothing for two weeks, expect your heart rate to sit 5-8 beats higher than usual at the same power output. That is the plasma volume deficit. It corrects in two to three rides.

Day Two: Off

Rest. Let the first ride settle. Your body is recalibrating to the saddle, the position, and the pedalling load after days or weeks of different movement patterns. If your sit bones ache — which they will if you have been off the bike for more than a week — an extra rest day prevents saddle sores.

Day Three: Easy-to-Moderate Ride

Sixty to 75 minutes with some tempo effort mixed in. After the warm-up, include 2 x 10 minutes at tempo (RPE 6-7 out of 10), with five minutes easy between. This is not an interval session. It is a reminder to your body that sustained moderate intensity is something you do. Keep the effort honest but not heroic.

Day Four: Off or Active Recovery

An easy 30-minute spin if you feel good. A walk or a light bodyweight session if you do not. No intensity.

Day Five: First Real Effort

Now you can test the engine. After a thorough warm-up, include a 20-minute block at your pre-travel sweet-spot intensity. Not an FTP test. Not a race simulation. Just a sustained effort at 88-93% of the FTP you had before you left. If this feels manageable, your fitness is intact and you can return to normal training from the following week. If it feels significantly harder than expected, give yourself another easy week before reintroducing structured intensity.

Days Six and Seven: Easy Riding or Rest

Close the comeback week with low-stress riding. By the following Monday, you can resume your normal training programme.

The whole approach is based on a principle that Professor Seiler and Joe Friel both emphasise: the cost of returning too aggressively is always higher than the cost of returning too conservatively. An extra three to four days of easy riding costs you nothing. Jumping straight into VO2max intervals after two weeks off can cost you weeks of inconsistency if you strain something, blow up mentally, or simply train yourself into a hole that takes longer to climb out of than the travel break itself.

What If You Were Away for Three Weeks or More?

The protocol extends but the principle is the same. If you were off the bike for three weeks with no maintenance, give yourself ten to twelve days of progressive ramp-back before resuming full training. The first week is entirely Zone 2 with some tempo towards the end. The second week reintroduces sweet-spot and a single short interval session. By week three you should be back to normal training, with the understanding that your top-end sharpness — the VO2max ceiling and the sprint snap — will take another two to three weeks to fully restore.

Joe Friel's advice for masters athletes returning from extended breaks is worth repeating: add one easy day for every week you were away before you consider yourself "back." Off for two weeks? Two extra easy days. Off for three weeks? Three extra easy days. It is a conservative heuristic, but it works because it forces patience.

Putting It All Together: A Travel Fitness Framework

Let me lay this out simply. You have a trip coming up. Here is what to do.

Seven days before departure:

  • Increase training load by 10-15%. Add an extra session or extend two existing ones.
  • If you do interval work, add one additional moderate-intensity session (tempo or sweet-spot, not VO2max).
  • Pack a resistance band. Bring running shoes if you run even occasionally.

Day before departure:

  • Complete rest. Let the pre-travel overreach begin absorbing.

During the trip (one to two weeks):

  • Aim for two to three sessions per week, 20-40 minutes each.
  • Priority order: (1) Ride a real bike if available, (2) Hotel spin bike, (3) Treadmill running, (4) Bodyweight circuit.
  • One session can be a bodyweight strength circuit. The others should be cardiovascular — running, spinning, or riding.
  • Do not try to train hard. Moderate intensity, reasonable duration, consistency over heroics.

First day back:

  • Assessment ride. Zone 2. Sixty minutes. Listen to the body.

Comeback week:

  • Progressive ramp over five to seven days. Tempo on day three, sweet-spot on day five, normal training from the following week.

That is the whole system. No magic. No complicated periodisation. Just a handful of smart decisions that keep the gap small and the comeback fast.

The Anxiety Is Worse Than the Reality

I want to come back to where we started. The fear of losing fitness while travelling is almost always worse than the reality. Riders catastrophise a ten-day trip into a season-ending disaster, then spend the entire holiday stressed about training instead of enjoying where they are.

The detraining research is clear. One week off costs you almost nothing. Two weeks off costs you a thin layer of sharpness that comes back in days. Even three weeks off leaves you with the vast majority of your aerobic base intact.

Mujika and Padilla's work, Seiler's minimum effective dose research, Friel's decades of coaching experience — they all converge on the same conclusion. Fitness is more durable than cyclists believe. A small maintenance stimulus goes a long way. And the comeback from a short break is measured in days, not weeks.

So go on the holiday. Take the work trip. See the city, eat the food, spend time with the people you are travelling with instead of sneaking off to a terrible hotel gym at 6am every morning. Two or three short sessions during the trip, a smart comeback week when you get home, and your training picks up exactly where you left off.

The fitness is not going anywhere. It is waiting for you.
