  • I see this constantly with riders who message in — their sessions are fine. The 2x20s are fine, the threshold intervals are fine. The problem is the order they're doing them in. It's like decorating a house with no foundations.
  • Every coach I've spoken to on the show says the same thing: skip the base, jump to threshold, see gains for six weeks, then plateau. Every single time. The sequence matters more than the sessions.
  • Stephen Seiler's research is crystal clear on this — athletes who rush past the aerobic base phase plateau earlier. I know Zone 2 feels boring, but it's the infrastructure that lets everything above it actually work.

Your FTP is stuck. You know it. You have done the 2x20s. You have smashed the 4x8-minute threshold intervals. You have followed the plans and done the work. And the number has not moved in six months, maybe twelve.

Here is the thing nobody tells you: the problem is almost never the sessions themselves. The sessions are fine. Most interval prescriptions floating around are physiologically sound. The problem is the architecture underneath them — the order, the sequencing, the months of structured progression that should be supporting the work you are trying to do.

Most cyclists train like they are decorating a house that has no foundations. They pick the sessions that hurt the most, the ones that feel productive. And they skip the structural work that would make those sessions actually productive.

This is the blueprint. Not a list of workouts — you can find those anywhere. This is the systematic plan for building FTP from the ground up, phase by phase, in the order your physiology actually needs.

Why Most Riders Plateau (And Stay There)

The most common FTP trajectory for an amateur cyclist looks something like this: quick gains in the first year, a slower second year, and then a wall. Somewhere between 2.5 and 3.5 W/kg, the number stops moving. Riders who hit this wall typically do one of two things. They add more of the same training, or they add harder training. Neither works, because neither addresses the actual bottleneck.

Here is where it gets really interesting. FTP is not a single physiological quality. It is the output of three separate energy systems working together, and if any one of them is underdeveloped, the others cannot compensate.

The Three Pillars Under Your Threshold

Pillar 1: Aerobic base. This is the infrastructure — mitochondrial density, capillary networks, fat oxidation capacity. It determines how efficiently your muscles can produce energy aerobically and how well they can clear the metabolic byproducts of harder work. Stephen Seiler's decades of research into training intensity distribution have shown repeatedly that the aerobic base is the rate-limiter for most age-group athletes. Without it, everything above crumbles.

Pillar 2: Lactate clearance. Your threshold is not the point where you start producing lactate — you are always producing lactate. It is the point where production outpaces clearance. The ability to clear lactate is trained specifically through sustained work at and around threshold, but only if the aerobic machinery underneath is developed enough to handle the job. This is the part most riders try to train first. It is the part that should come third.

Pillar 3: VO2max ceiling. Your FTP typically sits at 72-80 per cent of your VO2max. If that ceiling is low, your threshold has nowhere to go. Raising the ceiling gives the threshold room to rise. Tim Kerrison, the performance architect behind Team Sky's Grand Tour dominance, built his periodisation models around this principle: raise the ceiling, then fill in the space underneath.

The systematic approach trains these in order. Base first. Muscular endurance second. Threshold specificity third. VO2max ceiling last. Each phase builds what the next phase needs. Skip one and the whole structure is weaker.

Phase 1: Aerobic Base (4-8 Weeks)

This is the phase everyone wants to skip. It does not feel productive. The sessions are not hard. You will not set any Strava PRs. And it is the single most important phase of the entire build.

What You Are Building

Zone 2 riding — 55-75 per cent of FTP, nose-breathing comfortable, conversational pace — triggers a cascade of adaptations that hard training simply cannot replicate:

  • Mitochondrial density. More mitochondria per muscle fibre means more aerobic energy production. This is the literal engine that everything else runs on.
  • Capillary networks. New blood vessels form around muscle fibres, improving oxygen delivery and waste removal. Better blood flow means better lactate clearing later.
  • Fat oxidation. Your body becomes more efficient at burning fat as fuel, sparing glycogen for the efforts that matter.
  • Cardiac efficiency. Stroke volume increases — each heartbeat moves more blood. This is why resting heart rate drops during a proper base block.

Seiler's work across Norwegian endurance athletes — rowers, cross-country skiers, cyclists — has demonstrated consistently that 80 per cent or more of total training volume should sit in this zone. Not because hard training does not work, but because the aerobic adaptations are foundational. They are what make the hard training productive when it comes.

The Sessions

Base training is simple by design. Two session types:

The long ride. Three to five hours at Zone 2. Steady. Controlled. No surges on the climbs, no sprints for signs, no drifting into tempo because you feel good. The adaptation stacks in the second and third hour, so shorter rides do not produce the same depth of stimulus. If you are time-limited, four hours once a week with two 90-minute Zone 2 sessions midweek is the minimum effective dose.

The midweek steady. Sixty to ninety minutes at Zone 2, ideally on the trainer where you can control intensity precisely. These maintain the aerobic stimulus between long rides without excessive fatigue.

How Long Is Enough?

The honest answer: it depends on where you are starting. A rider coming off a winter of minimal riding needs six to eight weeks. A rider who has been riding consistently year-round may only need four weeks of focused base before the aerobic markers stabilise.

Three signals tell you the base phase has done its work:

  1. Power at a given heart rate improves and then plateaus. Early in the base block, you will produce more watts at the same heart rate week on week. When that ratio flattens, the aerobic adaptations have banked.
  2. Aerobic decoupling drops below 5 per cent. On a two-hour ride, if the ratio of heart rate to power drifts less than 5 per cent from the first half to the second, your aerobic system is holding.
  3. Recovery between sessions is consistent. You are sleeping well, morning heart rate is stable, and easy rides actually feel easy.

Do not rush this. I know it is tempting. But every week you cut from the base phase subtracts from the ceiling of what the intensity phases can deliver.

Recovery Week

After the base block: one recovery week. Reduce volume by 40-50 per cent. Keep riding, but keep it easy. Your body consolidates adaptations during recovery, not during training. This is not optional.

Phase 2: Sweet Spot Development (4-6 Weeks)

Sweet spot is the bridge. It sits at 88-93 per cent of FTP — hard enough to build muscular endurance, easy enough to recover from within 24-36 hours. This is where you teach your muscles to sustain meaningful power output for extended periods without the recovery penalty of true threshold work.

Why Sweet Spot Before Threshold

Let me break this down. Threshold intervals at 95-105 per cent of FTP are demanding. They require 48-72 hours of recovery. That limits you to two, maybe three quality sessions per week. Sweet spot intervals require 24-36 hours of recovery, which means you can fit three sessions per week and accumulate more total time at a productive intensity.

The adaptation you are chasing here is muscular endurance — the ability of your muscles to sustain moderate-to-high output without accumulating excessive fatigue. This is the bridge between aerobic efficiency and threshold-specific fitness. Without it, your threshold intervals will feel harder than they should, you will cut them short, and the adaptation will be incomplete.

Dylan Johnson's analysis of periodisation research reinforces this: the riders who build a sweet spot block before moving to threshold intervals consistently produce better FTP gains than those who jump straight from base to threshold. The sweet spot phase gives the muscles the endurance base that threshold work demands.

The Sessions

Session A: 2x20 minutes at 88-93 per cent FTP. Five minutes recovery between intervals. This is the standard sweet spot prescription and it works. Focus on a consistent power output — not surging, not fading, just holding steady for twenty minutes at a time. If 2x20 feels comfortable by week three, progress to 2x25 or 3x15.

Session B: 3x15 minutes at 90-93 per cent FTP. Four minutes recovery between intervals. Slightly higher in the sweet spot range, slightly shorter intervals. This session targets the upper end of the adaptation and is useful when 2x20 starts to feel routine.

Session C: Over-under sweet spot. Alternating three minutes at 93 per cent FTP with two minutes at 85 per cent FTP, repeated for 20-30 minutes total. This session teaches your body to manage small fluctuations in intensity — exactly what happens in real riding when the road tilts or the wind changes.

Weekly Structure

Three sweet spot sessions per week, separated by easy Zone 2 days. A typical week:

  • Monday: rest
  • Tuesday: sweet spot session A (2x20)
  • Wednesday: Zone 2, 60-90 minutes
  • Thursday: sweet spot session B (3x15)
  • Friday: rest or very easy spin
  • Saturday: long ride, 3-4 hours, Zone 2 with the final 30 minutes at sweet spot
  • Sunday: sweet spot session C (over-unders) or Zone 2

Total training time: 8-12 hours, depending on your availability. The structure matters more than the volume. Three quality sweet spot sessions with proper Zone 2 between them will outperform five mediocre sessions crammed into a busy week.

Progression Within the Phase

Week on week, the goal is to accumulate more time at sweet spot intensity. Start with 40 minutes of total sweet spot time in week one, build to 60 minutes by week four. The progression should feel gradual — if you are dreading every session by week three, you have overcooked the progression and need to back off.

Recovery Week

After four to six weeks: another recovery week. Same rules as before — volume drops by 40-50 per cent, intensity drops to Zone 2 only. Your body needs this.

Phase 3: Threshold Specificity (3-4 Weeks)

Now we are getting specific. The aerobic base is built. The muscular endurance is there. This is where you train the body to sustain power output at and around FTP — the exact physiological demand that determines your threshold number.

What Is Happening Physiologically

At threshold intensity (95-105 per cent of FTP), you are training your body's lactate clearance systems. Lactate is being produced at a high rate, and the aerobic machinery you built in Phase 1 — those extra mitochondria, those expanded capillary networks — is working flat out to clear it. The adaptation is specific: your body learns to manage higher rates of lactate production without accumulating it to the point of failure.

This is why the base phase matters so much. Without the aerobic infrastructure, threshold work produces lactate faster than the body can clear it, the intervals fall apart, and the adaptation is shallow. With a developed base, the intervals are sustainable, the adaptation is deeper, and the gains stick.

The Sessions

Session A: 3x10 minutes at 95-100 per cent FTP. Five minutes recovery between intervals. This is the bread and butter of threshold training. Ten minutes is long enough to produce significant lactate clearance adaptation without the session becoming a survival exercise. Focus on even pacing — the first five minutes should feel identical to the last five minutes.

Session B: 2x15 minutes at 95-98 per cent FTP. Seven minutes recovery between intervals. Longer intervals, slightly lower in the threshold range. This session builds threshold endurance — the ability to hold power at FTP for extended periods, which is the actual definition of what FTP measures.

Session C: Over-under threshold. Two minutes at 105 per cent FTP followed by three minutes at 90 per cent FTP, repeated for 20-25 minutes. This session is brutal and effective. The over-under format teaches your body to clear lactate while still producing power — the exact demand of a climb that steepens and eases repeatedly, or a race that surges and settles.

Weekly Structure

Two threshold sessions per week, no more. The recovery cost is higher than sweet spot, and quality matters more than quantity. A typical week:

  • Monday: rest
  • Tuesday: threshold session A (3x10)
  • Wednesday: Zone 2, 60-90 minutes
  • Thursday: Zone 2, 60-90 minutes
  • Friday: threshold session B (2x15) or session C (over-unders)
  • Saturday: long ride, 3-4 hours, Zone 2
  • Sunday: rest or easy spin

The two threshold sessions should be separated by at least 48 hours. Non-negotiable. If you cannot recover between sessions, the second one produces junk training — you are too fatigued to hit the target, the power drifts below threshold, and the adaptation is compromised.

Progression Within the Phase

Week one: conservative. Hit the prescribed intervals cleanly with even pacing. Week two: extend the intervals by two minutes or add one additional rep. Week three: hold the extended intervals and focus on lowering heart rate at the same power. Week four (if included): maintain the volume from week three — this is consolidation, not progression.

The temptation is to push harder. Resist it. The goal is not the highest possible power in a single session. The goal is consistent, repeatable threshold power across every session in the block. Kerrison's progressive overload model at Team Sky was built on this principle: small, consistent progressions that compound over time, not heroic one-off efforts that require a week of recovery.

Recovery Week

You know the drill. Reduce volume by 40-50 per cent. Zone 2 only. Let the body consolidate.

Phase 4: VO2max Ceiling Raising (2-3 Weeks)

This is the shortest and most intense phase. The purpose is specific: raise the ceiling above your threshold so there is room for the threshold to rise.

The Logic

If your FTP sits at 78 per cent of your VO2max, there is limited room for the threshold to move. Raise the VO2max — even modestly — and the mathematical space for FTP to occupy gets larger. A 3-5 per cent improvement in VO2max creates meaningful headroom for threshold gains that were previously impossible.

This is not a long phase because VO2max work carries a high fatigue cost, particularly for riders over 35. Two to three weeks of focused VO2max work is enough to produce measurable improvement. Beyond three weeks, the fatigue accumulation starts to outpace the adaptation for most age-group athletes.

The Sessions

Session A: 5x3 minutes at 106-115 per cent FTP. Three minutes recovery between intervals. Three minutes is long enough to drive oxygen uptake to near maximum, short enough that the power target is achievable. Heart rate should reach 90-95 per cent of maximum by the end of each interval.

Session B: 4x4 minutes at 106-112 per cent FTP. Four minutes recovery between intervals. Longer intervals, slightly lower intensity. This session accumulates more time at high oxygen uptake and has the deepest evidence base behind it.

Session C: 30/15 intervals. Thirty seconds at 110-120 per cent FTP, fifteen seconds at 50 per cent FTP, repeated for 12-16 reps per set, two to three sets. This format — championed by Bent Ronnestad's research — produces more cumulative time at VO2max than traditional formats because the short recovery prevents cardiac output dropping between efforts.

Weekly Structure

Two VO2max sessions per week, separated by 72 hours minimum. Everything else is Zone 2. The weekly structure is simple because it has to be — there is no room for additional intensity.

  • Monday: rest
  • Tuesday: VO2max session A (5x3)
  • Wednesday: Zone 2, 60 minutes easy
  • Thursday: Zone 2, 60-90 minutes
  • Friday: VO2max session B (4x4) or session C (30/15s)
  • Saturday: long ride, 3-4 hours, Zone 2
  • Sunday: rest

After two to three weeks of this, you are done. The VO2max stimulus has been applied, the ceiling has shifted, and it is time to test the result.

Reading the Signals: When to Move Between Phases

One of the most common mistakes in periodised training is running phases on a fixed calendar regardless of adaptation. Four weeks is a guideline, not a rule. Your body does not read your training plan.

Three signals tell you a phase has done its work and you are ready to progress:

Signal 1: Power-to-heart-rate stabilisation. Early in any phase, your heart rate at the target power will drop as you adapt. When that ratio flattens — same power, same heart rate, session after session — the stimulus has been absorbed.

Signal 2: Recovery normalisation. If you needed 48 hours between sweet spot sessions in week one but feel recovered in 24-36 hours by week four, your body has adapted to the demand.

Signal 3: Perceived exertion drops. The sessions that felt 8/10 in week one feel 6/10 in week four. The work has not got easier — you have got fitter. Time to progress.

If all three signals are present, move on. If none of them are present after the scheduled phase duration, you may need an extra week. If you are still struggling, the previous phase was likely too short and you should consider stepping back.

Realistic Timelines: What to Expect

Let me be direct about this, because the internet is full of unrealistic expectations.

The Newer Rider (1-2 Years of Training, FTP 180-240W)

A full 16-20 week build — base through VO2max — will typically produce 15-25W of FTP improvement. That is a significant gain. Newer riders have more physiological headroom, and each phase produces larger adaptations because the systems are less developed.

Timeline: four to six weeks of base, four to five weeks of sweet spot, three to four weeks of threshold, two to three weeks of VO2max, with recovery weeks between blocks. Total: 16-20 weeks.

The Experienced Rider (3-5 Years of Training, FTP 260-310W)

The gains are smaller but still meaningful. An experienced rider running the same systematic build can expect 8-15W of improvement across a 16-20 week block. The phases may be shorter — a four-week base is often sufficient for a rider with a strong aerobic history — and the total block may compress to 14-16 weeks.

The good news: these are reliable gains. The systematic approach works because it addresses all three pillars in the right order, not because it contains any single magical session. An experienced rider who has been doing random threshold intervals for three years will often see their biggest improvement in years simply by structuring the same training load in the correct sequence.

The Masters Rider (40+, Any FTP)

Everything above applies, with two adjustments. Recovery between phases should be five to seven days rather than four to five. And the VO2max phase should not exceed two weeks. Masters riders respond well to structured periodisation — often better than they expect — but the recovery cost of each phase is higher and must be respected.

The Role of Recovery Weeks

Recovery weeks are not weakness. They are where the adaptation happens. Training provides the stimulus. Recovery provides the adaptation. Every coach worth listening to — Seiler, Kerrison, Johnson — programmes recovery weeks into their periodisation because the evidence is unambiguous: athletes who skip recovery weeks plateau faster than those who include them.

The standard prescription: reduce volume by 40-50 per cent, eliminate all intensity above Zone 2, maintain frequency (keep riding, just shorter and easier). One recovery week between each phase of the build.

Signs you need an unscheduled recovery week: morning heart rate elevated by 5+ beats for three consecutive days, sleep quality deteriorating, motivation cratering, or intervals consistently falling short of target power by more than 5 per cent. These are not character flaws. They are signals.

Putting It All Together

Here is the complete architecture for a 16-20 week FTP build:

Weeks 1-6: Aerobic base. Zone 2 focus, 80 per cent or more of training time at 55-75 per cent of FTP. Long rides of three to five hours on weekends, steady 60-90 minute sessions midweek. Build volume gradually.

Week 7: Recovery. Volume drops 40-50 per cent. Zone 2 only.

Weeks 8-12: Sweet spot development. Three sessions per week at 88-93 per cent of FTP. Progress from 40 minutes to 60 minutes of total sweet spot time per week. Zone 2 between sessions.

Week 13: Recovery. Same rules.

Weeks 14-17: Threshold specificity. Two sessions per week at 95-105 per cent of FTP. Focus on even pacing and session-to-session consistency. Minimum 48 hours between hard days.

Week 18: Recovery. Same rules.

Weeks 19-20: VO2max ceiling. Two sessions per week at 106-120 per cent of FTP. Short, sharp, maximum stimulus. Everything else is easy.

Week 21: Test week. After three to four days of easy riding, retest FTP. The number should have moved.

This is not the only way to periodise training. But it is a proven structure, grounded in the physiology, and it works. Every phase builds what the next phase needs.

What Most People Get Wrong

The most common mistake is not doing the wrong sessions. It is doing the right sessions in the wrong order. Threshold intervals are excellent training — when they sit on top of a developed aerobic base and established muscular endurance. Without those foundations, they produce six weeks of gains followed by six months of stagnation.

The second most common mistake is treating every phase as equally important. They are not. The base phase is the most important. If you are forced to cut something, shorten the VO2max phase before you shorten the base. A strong base with a modest ceiling will produce better FTP than a weak base with a high ceiling, because the threshold lives in the space between the two.

The third mistake is impatience. This is a 16-20 week process. Not a 6-week process. The riders who stick with the full build are the ones still setting personal bests in their 40s and 50s. The riders who skip phases are the ones whose FTP has been the same number for three years.

Your FTP is fixable. The path to fixing it is not another set of threshold intervals on Tuesday. It is a systematic plan that builds each physiological system in the order your body needs, with the patience to let each phase do its work before moving to the next.

Start with the base. Build from the ground up. Trust the process. The number will move.

How long does it take to build FTP with a structured plan?
For a rider with 1-2 years of experience, a 16-20 week structured block typically yields 15-25W of improvement. For experienced riders above 3.5 W/kg, gains of 8-15W over the same period are realistic. The key variable is consistency — incomplete blocks produce incomplete adaptations.
Can I skip the base phase if I have been riding all year?
Riding all year is not the same as building a deliberate aerobic base. If you have been doing group rides and mixed-intensity training, your base may be adequate but likely has gaps. A focused 4-week base block — even for experienced riders — resets the aerobic foundation and makes the subsequent intensity phases more productive.
How do I know when to move from one phase to the next?
Three signals: your power-to-heart-rate ratio stabilises at the current intensity, your recovery between sessions normalises to within 24-36 hours, and your rate of perceived exertion at the target intensity drops noticeably. If all three are present, you have adapted and the stimulus has done its work.
Should I retest FTP between phases?
Not formally. A full FTP test mid-build disrupts the training flow and introduces unnecessary fatigue. Instead, use workout benchmarks — if your sweet spot sessions feel easier and your heart rate at those powers has dropped, your threshold has risen. Save the formal test for after the complete build block.
What happens if I get ill or miss a week during a build block?
Missing a single week is manageable — extend the current phase by one week and resume. Missing two or more weeks during the threshold or VO2max phase typically means stepping back one phase and rebuilding. The aerobic base is the most resilient to short breaks; the high-intensity phases are the most fragile.
