GRAVEL RACE TRAINING FOR ROAD CYCLISTS: THE 12-WEEK BLOCK THAT ACTUALLY TRANSFERS

You already know how to suffer on a bike. You have the aerobic engine, the threshold power, the discipline to follow a structured plan. You have raced road, maybe for years, and your body understands what it means to push through the last 40 kilometres of a hard race on dead legs.

Now you want to race gravel. And the question everyone asks is: how much of my road training still applies?

The answer is encouraging. About 80 per cent of your road fitness transfers directly. Your Zone 2 base, your threshold capacity, your VO2max ceiling — all of it carries across without modification. The metabolic demands of riding a bike hard for four to six hours do not change because the surface underneath you is different.

But that remaining 20 per cent is the difference between racing well and just getting round. It is the torque variability, the handling demands, the self-supported fuelling, the equipment differences, and the mental recalibration that turns a road cyclist into a gravel racer. And the good news is that 20 per cent is entirely trainable in 12 weeks.

What Gravel Demands That Road Doesn't

I have spoken to dozens of riders who made this transition — athletes like Pete Stetina, who went from Grand Tour domestique to gravel specialist, and Nathan Haas, who built a second career off-road after WorldTour burnout. The consistent theme is the same: road makes you aerobically ready, but gravel exposes specific weaknesses you did not know you had.

Torque variability. Road racing is relatively steady-state within efforts. Even in a crit, the power fluctuations follow predictable patterns. Gravel surfaces force constant micro-adjustments — cadence drops from 90 to 65 as you hit a loose climb, spikes back to 100 on the hardpack, drops again on a rutted descent where you are pedalling through rough terrain to maintain momentum. Your variability index on a gravel race file will be 15-25 per cent higher than a road race of similar duration and intensity. That demands specific neuromuscular conditioning.

Upper body and core endurance. Four hours on smooth tarmac requires minimal upper body input. Four hours on gravel fire roads, singletrack transitions, and washboard descents creates relentless vibration that fatigues your shoulders, forearms, and core. Rosa Kloser described her first ultra-distance gravel race as the event where her arms gave out before her legs — and she was already one of the fittest riders in the field.

Technical handling under fatigue. Cornering on loose surfaces, descending on variable terrain, navigating ruts and embedded rocks at race speed while your heart rate is at 85 per cent of max. This is a skill set that road racing does not develop. And it is the area where road converts lose the most time, because they brake too much, pick poor lines, and tense up on descents instead of staying loose.

Self-reliance. Road races have team cars, neutral service, feed zones every 30 kilometres. Most gravel events give you a start line and a finish line. Everything between is your problem. Flat tyres, mechanical issues, fuelling, hydration, navigation — you handle it all yourself, under race pressure, while the clock keeps ticking.

The 12-Week Block: Overview

This programme assumes you are already training 8-12 hours per week on the road with a solid aerobic base. You are not building fitness from scratch. You are redirecting existing fitness and adding specific gravel adaptations on top.

The structure adds two gravel-specific sessions per week to your existing road training. One is a torque and power variability session. The other is an off-road skills and handling ride on your gravel bike. Your remaining road sessions — Zone 2 endurance, threshold intervals, VO2max work — continue as normal, though the balance shifts across the three phases.

Phase 1: Adaptation (Weeks 1-4)

The first four weeks are about getting comfortable on the gravel bike and introducing the neuromuscular patterns that gravel demands. This is not the time to chase fitness numbers. This is the time to build the foundation that lets later phases actually work.

Week structure:

  • Monday: Rest or easy spin (30-40 minutes)
  • Tuesday: Road intervals — your existing threshold or VO2max session
  • Wednesday: Gravel bike skills ride (75-90 minutes, mostly easy, technique-focused)
  • Thursday: Zone 2 endurance on the road bike (90-120 minutes)
  • Friday: Rest or core/mobility work
  • Saturday: Torque interval session on the gravel bike (60-75 minutes)
  • Sunday: Long ride (2.5-3.5 hours, alternating road and gravel weeks)

The gravel bike skills ride (Wednesday) is the most important session in Phase 1, and it is the one most road cyclists undervalue. Spend 75-90 minutes on your gravel bike riding off-road terrain at easy intensity. The purpose is not fitness — it is adaptation. You are teaching your body how the gravel bike handles, how weight distribution changes on loose surfaces, how braking distances differ, how to read terrain at speed.

Practise specific skills each week: cornering on loose gravel, descending rutted fire roads, riding through sand patches without dabbing, remounting after dismounts. Ride unfamiliar trails. Get lost on purpose. The discomfort of not knowing what is around the next corner is part of the training.

The torque interval session (Saturday) introduces the neuromuscular demands that separate gravel from road. Start with these:

  • 6 x 3 minutes at 95-100 per cent FTP, cadence locked at 60-65 RPM, on a gravel surface or grass. Three minutes recovery between efforts. The low cadence forces muscular recruitment patterns that high-cadence road spinning does not develop.
  • After the intervals, ride 20 minutes of variable terrain at moderate intensity, deliberately shifting between seated and standing every 30-60 seconds. This teaches your body to transition smoothly between positions — a constant demand in gravel racing.

Equipment adaptation is happening simultaneously. Ride your gravel bike at least three times per week during Phase 1. The wider bars (most gravel bikes run 44-48cm versus 40-42cm on road), the different brake lever reach, the lower tyre pressures, the altered gearing ratios — all of this changes how you produce and apply power. It takes 3-4 weeks of regular riding before the bike feels like an extension of you rather than a compromise.

Check your gear ratios before you start. If your gravel bike runs a 1x drivetrain, map your most-used road gears to the gravel cassette so you know where your threshold effort sits in the new setup.

Phase 2: Build (Weeks 5-8)

You are comfortable on the gravel bike. The handling feels natural. You can corner on loose surfaces without white-knuckling the bars. Now we load the gravel-specific sessions with more intensity and introduce race-relevant demands.

Key changes from Phase 1:

  • Torque intervals progress in duration and complexity
  • The skills ride gains intensity and specificity
  • Long rides shift primarily to the gravel bike
  • Fuelling rehearsal begins

Torque interval progression (Saturday):

Weeks 5-6: 5 x 4 minutes at 100-105 per cent FTP, cadence 60-65 RPM, on gravel. Two minutes recovery. After the intervals, add 4 x 1-minute surges at 120-130 per cent FTP on loose terrain — simulating the accelerations out of corners and over short kickers that define gravel racing.

Weeks 7-8: 4 x 6 minutes at 95-100 per cent FTP with a variable cadence protocol — alternate between 60 RPM seated and 85 RPM standing every 90 seconds within each interval. Three minutes recovery. This session mimics the constantly shifting cadence demands of racing on mixed surfaces. Follow with 6 x 30-second all-out sprints on gravel, full recovery between each.

Skills ride upgrade (Wednesday): Increase to 90-120 minutes. Add a 20-minute tempo block (75-85 per cent FTP) mid-ride on a technically demanding section. This is where you learn to maintain power output while managing terrain — the exact demand of gravel racing. Practise eating during this tempo block. Get food out of your jersey pocket, unwrap it, eat it, and drink — all while riding loose terrain at tempo. If you can do this cleanly, race day fuelling becomes far less stressful.

Long ride shift (Sunday): Move your long ride onto the gravel bike for at least three of the four weeks in this phase. Aim for 3-4 hours on mixed terrain. Include at least one section where you ride a route you have never ridden before — navigating in real time, making decisions about surface choice, adapting to unexpected terrain. This builds the decision-making stamina that gravel racing demands.

Core and upper body endurance becomes critical in this phase. Add 15-20 minutes of targeted work three times per week. Not heavy lifting — that is not what gravel demands and it carries injury risk that is not worth it for our purposes. Focus on:

  • Dead bugs: 3 x 12 per side, slow and controlled
  • Plank variations: 3 x 45-60 seconds (front, side, Copenhagen)
  • Single-leg hip hinges with light dumbbells (8-12kg): 3 x 10 per side
  • Band pull-aparts and face pulls: 3 x 15
  • Press-ups: 3 x 12-15
  • Forearm endurance: farmer's carries with kettlebells, 3 x 40 metres

This is vibration-absorption training. Your core and upper body need to sustain effort across hours of rough terrain without breaking down. The riders who cramp in their forearms at hour four or whose lower back seizes on the final climb are the ones who skipped this work.

Phase 3: Race-Specific (Weeks 9-12)

The final four weeks sharpen everything for race day. Volume drops slightly, intensity peaks, and every session should feel like a rehearsal for the event itself.

Weeks 9-10: Peak specificity

Your Saturday session becomes a race simulation. Ride 2-3 hours on your target race terrain (or the closest equivalent you can find). Include:

  • A 20-minute threshold effort on a gravel climb
  • Multiple hard surges (30-60 seconds) out of corners and over short rises
  • At least two sections where you eat and drink on rough terrain at race intensity
  • One deliberate stop where you practise a tyre change or chain fix — time yourself

The Wednesday skills ride becomes a high-intensity off-road session. Thirty minutes of SST (88-93 per cent FTP) on a technically demanding loop, focusing on maintaining power while handling terrain. This is the session that teaches you to race, not just ride.

Weeks 11-12: Taper

Drop total volume by 30-40 per cent. Keep intensity in the sessions but reduce the number of intervals. Your body does not need more fitness at this point — it needs freshness. A well-tapered road cyclist with 12 weeks of gravel-specific work will outperform an over-trained gravel specialist every time.

Week 11: One shorter torque session (4 x 3 minutes at race intensity), one skills ride at moderate intensity, one Zone 2 ride. Total 6-8 hours.

Week 12 (race week): Two short openers — 45-60 minutes each with 3-4 short, sharp efforts to keep the legs turning over. Otherwise, rest, eat well, and prepare your equipment.

Equipment and Setup

You do not need the most expensive gravel bike on the market. You need a bike that fits well, runs the right tyres at the right pressure, and has gearing that covers your target course.

Tyres are the single biggest variable. For most gravel events, 40-42mm tyres at 28-35 PSI (depending on your weight and the surface) give the best balance of rolling resistance, grip, and comfort. If you are coming from 25mm road tyres at 85 PSI, the difference in how the bike feels is dramatic. Give yourself the full Phase 1 period to adjust.

Gearing matters more than most road converts expect. A road compact (50/34 with 11-28) does not give you enough range for gravel. You will spin out on fast descents and grind to a halt on loose climbs. A 1x setup with 40-42T up front and a wide-range cassette (10-44T or 10-46T) is the gravel standard for good reason. Bar width and position affect handling and comfort. Most gravel bikes ship with 44-46cm bars with some degree of flare. If you are used to 40cm road bars, the wider position changes your shoulder engagement and steering input. It takes time to feel natural. Do not swap back to narrow bars for gravel — the width gives you stability on descents and better control on climbs out of the saddle.

Bottle retention is worth thinking about before race day. Gravel vibration ejects bottles from cages that hold them fine on the road. Test your bottle cages on rough terrain. If bottles bounce out, fit cages with a tighter grip (King Cage, Arundel) or add a strap retention system. Losing a bottle 40 kilometres into a self-supported race with no feed zones is a problem you can prevent.

Fuelling for Self-Supported Racing

The caloric demand is the same as a road race of equivalent duration and intensity. You still want 80-120 grams of carbohydrate per hour for any effort over 90 minutes. What changes completely is the logistics of getting that fuel into your body.

Road racing fuelling is relatively clean. Smooth roads, team cars handing up bottles, feed zones at regular intervals, musettes with pre-prepared food. You can eat and drink almost any time.

Gravel race fuelling is chaos. The road surface means you have narrow windows for clean eating — the smooth sections between rough terrain. Feed zones are sparse or non-existent. You are carrying everything you need in your jersey pockets, frame bags, and top tube bags. And the vibration means solid food is harder to chew and swallow because your jaw is bouncing along with everything else.

Practical adjustments:

  • Carry more than you think you need. A road race might require two bottles and a few gels for 100 kilometres. The same distance on gravel with limited feed zones means three bottles (or two bottles plus a hydration pack), 8-10 gels or equivalent, and at least one real food option as a backup.
  • Front-load your nutrition. Eat aggressively in the first 90 minutes while your stomach is cooperative and the terrain is often less technical at the start of events. Getting 300-400 calories in early gives you a buffer if eating becomes difficult later.
  • Practise the fumble. Reaching into a jersey pocket, pulling out a gel, tearing it open, and consuming it — all one-handed, on a rough surface, at tempo. This is a motor skill. Practise it in training until it is automatic. Race day is not the time to discover you cannot open your preferred gel wrapper with sweaty, vibrating hands.
  • Liquid calories are your friend. A concentrated carbohydrate drink mix in your bottles reduces your dependence on solid food. If the terrain gets too rough to eat safely, you can still drink. Aim for 60-80 grams of carbohydrate per 750ml bottle.

This is fixable with rehearsal. By the end of Phase 2, every long ride and every race simulation should include full fuelling practice at race intensity on rough terrain.

The Mental Shift

This is where experienced road racers struggle most, and it is the area they are least likely to train deliberately.

Road racing is controlled. You know the course. You know the surface. You know where the climbs are, where the sprint points are, where the dangerous corners sit. The variables are other riders and your own fitness. Everything else is predictable.

Gravel racing is chaotic. Surfaces change without warning. Mechanical issues happen to everyone. Navigation errors cost minutes. Weather transforms a hardpacked fire road into a mudslide. The rider who wins is often not the strongest — they are the one who adapts fastest when the plan falls apart.

Here is where it gets really interesting: this adaptability is a trainable skill, not a personality trait.

Ride unfamiliar routes regularly. At least once per week in Phase 2 and 3, ride somewhere you have never been. Use a GPS route but resist the temptation to preview it on the map beforehand. Force yourself to react to terrain in real time. This builds the cognitive flexibility that gravel racing demands.

Practise mechanicals under time pressure. Set a timer for five minutes and change a tyre on the side of a trail. Do it with cold hands. Do it when you are breathing hard from the last effort. Your race-day mechanical will not happen in a warm workshop with a cup of tea — it will happen 60 kilometres in, on a hillside, in the wind, while riders pass you. The less you have to think about the process, the less time and mental energy it costs.

Get comfortable with discomfort. This sounds vague, but it is specific. Road racers are accustomed to suffering through aerobic pain — that is familiar territory. Gravel adds unfamiliar discomfort: vibration fatigue, sore hands, an aching lower back, the cognitive load of constant terrain reading. Expose yourself to these sensations progressively in training so they do not shock you on race day.

Let go of pace targets. Your road race pacing strategy — ride to power, follow the plan, execute — does not work on gravel. The terrain dictates the effort. Some sections you will be 30 per cent above target, others 30 per cent below, and the average will sort itself out over the distance. Trying to impose road-style pacing on gravel terrain wastes mental energy fighting the course instead of working with it.

Race Week and Race Day

You have done the work. The 12 weeks are behind you. Now it is about executing cleanly.

Five days out: Final bike check. Tyres, brake pads, chain wear, derailleur adjustment, bottle cage security. Fix everything now. Nothing new on race day.

Three days out: Pre-ride the first and last 10 kilometres of the course if possible. Know where you start, know where you finish. The middle will take care of itself.

Two days out: Short opener ride — 45 minutes with 4 x 30-second efforts at race intensity. Legs should feel sharp, not tired.

The day before: Rest. Eat well. Lay out everything you need. Pack your jersey pockets the way you will on race day. Charge your GPS. Load the course file. Check the weather forecast and adjust tyre pressure accordingly.

Race morning:

  • Eat 3-4 hours before the start. Familiar food only — nothing new.
  • Arrive early enough to ride the first kilometre of the course and check your tyre feel on the actual surface.
  • Fill bottles with your practised carbohydrate mix. Load pockets with gels and food in the order you plan to eat them.

During the race:

  • Start conservatively. The adrenaline of a mass start on gravel will push you too hard in the first 30 minutes. Let the road racers sprint off the front. They will come back to you when the terrain gets rough and they have not practised their handling.
  • Eat early and often. Do not wait until you are hungry.
  • When things go wrong — and they will — stay calm. A flat tyre costs five minutes if you are practised. Panicking makes it ten.
  • Ride your own race. Gravel events spread out quickly. You will spend most of the race alone or in small groups. Be comfortable with that.

Your road fitness got you to the start line. The 12 weeks of specific preparation gave you the skills, the equipment familiarity, the fuelling confidence, and the mental flexibility to race well on a surface that does not care about your FTP. Trust the work. Ride smart. Enjoy the chaos.

FREQUENTLY ASKED QUESTIONS

How long before a gravel race should a road cyclist start gravel-specific training?
Twelve weeks is the minimum for a meaningful gravel-specific block if you are already fit from road cycling. The first four weeks cover equipment adaptation and basic off-road handling. The middle four weeks build gravel-specific power demands — torque variability, repeated surges on loose surfaces, and fuelling practice. The final four weeks sharpen race-specific efforts and include a taper. Riders with less than eight weeks should focus on handling skills and fuelling rehearsal rather than trying to cram fitness adaptations.
Can I race gravel on my road bike?
You can finish a gravel event on a road bike with 28-32mm tyres if the course is mostly hardpacked fire roads. But you will be slower and less comfortable than riders on proper gravel setups with 38-42mm tyres, lower pressures, and wider bars. The tyre and pressure difference alone is worth 5-10 per cent on rough surfaces. If you are doing more than one gravel event, a dedicated gravel bike pays for itself in comfort and capability.
What gearing do I need for gravel racing?
Most gravel courses demand lower gearing than road racing. A 1x drivetrain with a 40-42T chainring and 10-44T or 10-46T cassette covers the range. If you are running a 2x road setup, swap to a 46/31 or 48/31 compact with an 11-34T cassette. Use the gear ratio calculator to compare setups before you spend money.
How is gravel race fuelling different from road racing?
The fuelling rate stays the same — 80-120 grams of carbohydrate per hour for efforts over 90 minutes. What changes is execution. Gravel events have fewer feed zones, rougher surfaces that make eating harder, and longer self-supported sections. You need to carry more fuel, practise eating on rough terrain, and have a backup plan for when bottles eject from cages on washboard descents.
Do I need a power meter on my gravel bike?
It helps but is not essential for your first gravel race. If you have pedal-based power meters that transfer between bikes, use them. If not, ride your gravel sessions by RPE and heart rate. Gravel power data reads differently anyway — lower average power but higher variability index — so your road-based power targets need recalibrating for the terrain.
