MULTI-DAY EVENT PREPARATION: HOW TO STILL BE RACING ON DAY FIVE

  • Single-day fitness is necessary. It is not sufficient. I have seen brilliant one-day riders withdraw on stage three because they treated day one like a standalone event.
  • The recovery protocol between stages is where multi-day events are won or lost. What you eat, when you sleep, and whether you have the discipline to sit down with your legs up instead of exploring the town.
  • Back-to-back long weekends in training are the only thing that prepares you for what day-three legs actually feel like. Nothing else replicates it.

You have trained for months. Your FTP is strong, your long rides are solid, your nutrition plan is dialled. You line up for day one of a five-day stage race and ride a brilliant stage. Then you wake up on day three and your legs feel like they belong to someone else.

This is the multi-day problem. It catches riders every year at the Haute Route, the TransAlp, the Mallorca 312 double-weekend, the Maratona dles Dolomites back-to-back, and every multi-stage amateur event that strings together three or more hard days. Single-day fitness is necessary. It is not sufficient. The event within the event — the one that separates finishers from withdrawals — is recovery, pacing, logistics, and the discipline to ride below your ceiling on day one so you still have a ceiling on day five.

Here is what actually matters, and how to prepare for it.

The Multi-Day Problem

A single-day sportive is a withdrawal from your fitness account. You spend what you have, you go home, you recover across the week. A multi-day event is a withdrawal from an account that never fully replenishes overnight. Each stage costs you glycogen, muscle fibre integrity, sleep quality, and mental willingness. Each night gives you back some of that — but not all of it. The gap between what you spend and what you recover is cumulative, and by day three or four it becomes the dominant variable in your performance.

The riders who handle this well are not always the fittest. They are the ones who understand that multi-day performance is a management problem, not a capacity problem. You are managing a depletable resource across a fixed number of days, and the maths is simple: if you spend 10 per cent more than you recover each day, by day four you are operating at 60 per cent. If you spend 5 per cent more than you recover, you arrive at day four at 80 per cent. That 20-point difference is the entire gap between racing the final stage and surviving it.

The Physiology of Accumulated Fatigue

Three systems compound across multi-day efforts. Understanding them is the difference between a recovery protocol built on guesswork and one built on what your body is actually dealing with.

Glycogen Depletion

A hard stage of 4-6 hours burns through roughly 2,000-3,000 calories of carbohydrate, depending on intensity and body mass. Your total glycogen storage capacity — liver plus muscle — sits around 400-600g, which is 1,600-2,400 calories. Even with aggressive on-bike fuelling at 80-90g of carbohydrate per hour, you finish each stage in significant glycogen deficit.

Overnight, with proper nutrition, you can restore 80-90 per cent of glycogen stores. Not 100 per cent. That 10-20 per cent shortfall compounds. By day three, your starting glycogen is measurably lower than day one. By day five, many riders begin each stage already partially depleted. This is why post-stage nutrition timing is not optional — it is the mechanism that determines how close to full you start each morning.

Muscle Damage and Inflammatory Markers

Creatine kinase (CK), a marker of muscle damage, rises across multi-day events in a pattern that peaks around day three or four before partially stabilising. The eccentric loading from descending, the repetitive pedalling forces across thousands of revolutions, and the micro-tears from sustained efforts all accumulate. Your legs do not feel day-one fresh on day three because they are not day-one fresh on day three. The muscle fibres are damaged, inflamed, and operating at reduced contractile capacity.

This is normal. It is also why active recovery between stages matters more than sitting still. Light movement increases blood flow to damaged tissue without adding further mechanical load. Ten to fifteen minutes of easy spinning after each stage — properly easy, below 50 per cent of FTP — does more for next-morning readiness than an extra hour on the sofa.

Sleep Debt

Sleep is when growth hormone release peaks, when protein synthesis accelerates, and when the central nervous system resets its fatigue thresholds. Multi-day events systematically compromise it. You are sleeping in unfamiliar beds, sometimes at altitude, often sharing rooms, frequently with pre-stage anxiety about the next morning's start. The research from Shona Halson's work on athlete recovery consistently shows that sleep quality drops across multi-night events even when sleep duration is maintained. A rider sleeping seven hours in a strange hotel bed at 1,800m altitude is not getting the same recovery as seven hours in their own bed at sea level.

This matters because sleep quality affects glycogen resynthesis rates, inflammatory resolution, and perceptual fatigue. A rider who sleeps poorly on nights two and three arrives at day four with compounded fatigue from all three systems simultaneously — low glycogen, elevated muscle damage markers, and a central nervous system that has not fully reset. That is the day riders withdraw. Not because they lack fitness, but because accumulated recovery debt has exceeded their body's ability to compensate.

Training for Multi-Day: Back-to-Back Blocks

Your training plan for a multi-day event should look different from a single-day event plan in one specific way: the back-to-back weekend block.

The principle is simple. A six-hour ride on Saturday does not prepare you for a multi-day event. A five-hour ride on Saturday followed by a four-hour ride on Sunday — on legs that did not fully recover overnight — does. That second ride, on compromised legs, is the specific stimulus your body needs. It teaches your physiology to perform under residual fatigue, and it teaches your brain what day-two and day-three legs actually feel like.

The Structure

In the 12 weeks before your event, include at least four back-to-back weekends with this pattern:

Saturday: 4-5 hours with structured climbing or sustained tempo efforts. This is not a Zone 2 cruise. Ride it at sportive intensity — the kind of effort your event will demand. Include at least one sustained block of 30-45 minutes at 75-85 per cent of FTP, ideally on a real climb.

Sunday: 3-4 hours, also with structure, but with a deliberate awareness of how your legs respond. The Sunday ride is not about hitting numbers. It is about learning to read your body under fatigue and finding the intensity you can sustain when glycogen is partially depleted and muscle damage is present.

Between these rides, practise your recovery protocol exactly as you would at the event. Recovery shake within 30 minutes of Saturday's ride, full meal within two hours, compression garments in the evening, early to bed. Sunday morning becomes a dress rehearsal: what did you eat, how did you sleep, how did the legs feel in the first 30 minutes?

This is training you cannot replicate with volume alone. A single eight-hour ride teaches endurance. A pair of five-hour and four-hour rides on consecutive days teaches multi-day resilience. They are different adaptations.

Midweek Support

Between back-to-back weekends, your midweek rides follow a normal structure. Two quality sessions — one threshold, one sustained climbing effort — plus recovery rides. Keep your training load progressive but controlled. The back-to-back weekends generate significant fatigue. Build a rest week (reduced volume by 30-40 per cent) after every two consecutive stacked weekends.

Your TSS tracking across these blocks will show higher weekend loads than a typical training week. That is expected. Watch the weekly TSS trend rather than individual ride numbers. A sustainable ramp rate of 5-7 per cent per week is enough. More than that, and the cumulative fatigue from the back-to-back blocks will push you toward overtraining rather than adaptation.

Pacing Across Stages

Day-one pacing is the single biggest mistake amateurs make in multi-day events. Riders arrive fresh, the adrenaline is flowing, the legs feel incredible, and they ride the first stage at 95-100 per cent of their single-day capacity. By the time they realise the cost, it is day three and the bill has arrived.

The Day-One Rule

Pace day one at 85-90 per cent of what you would ride in a single-day event of the same distance and profile. This feels wrong. You will feel like you are leaving time on the table. You are. Deliberately. That 10-15 per cent you hold back on day one is not wasted — it is invested in days three, four, and five.

Watch your normalised power against your FTP zones. If your single-day race power for a five-hour stage would sit at 78 per cent of FTP, ride day one at 68-72 per cent. If your climbing power would be 85 per cent of FTP on a one-day sportive, hold it at 75-78 per cent. The discipline is in the restraint.

Reading the Cumulative Trend

Across a well-paced multi-day event, your normalised power will decline 3-5 per cent per day. A rider averaging 220 watts normalised on day one might average 210 on day three and 200 on day five. That gradual slide is normal and expected. What you are watching for is a sharp drop — 10 per cent or more between consecutive stages. That signals you overcooked a previous day and the fatigue has outpaced your recovery capacity.

If you see a sharp drop, the correct response is to ride the next stage conservatively. Not the stage after that — the next one. Accumulated fatigue does not fix itself with motivation. It fixes itself with reduced output, increased fuelling, and better sleep.

The Climbs

On multi-stage events with significant climbing — the Haute Route, TransAlp, Maratona — the temptation is to race the climbs. Every climb feels like a test. Resist this on days one and two. Ride the climbs at your sustainable pace, let riders go past you, and trust that you will see many of them walking by day four. Recovery Between Stages: The Hour-by-Hour Protocol

What you do between the finish line and the next morning's start is worth more than any training session you did in the preceding months. This is not an exaggeration. The recovery protocol is the event within the event.

Minutes 0-15: Immediate Post-Stage

Do not sit down immediately. Keep moving. Spin easily on the bike for 5-10 minutes if a cool-down area exists, or walk gently. Stopping abruptly after a hard stage allows blood to pool in the legs, delays lactate clearance, and stiffens muscles that are about to spend the night trying to repair themselves. A recovery drink goes in within 15 minutes — 1.2g of protein per kg of body weight and 1.0-1.5g of carbohydrate per kg. For a 75kg rider, that is roughly 90g protein and 75-110g carbohydrate. A commercial recovery shake or a homemade mix of whey protein, maltodextrin, and a banana covers this.

Minutes 15-60: First Recovery Phase

Shower, change into clean dry clothes, put on compression garments (calves and quads). Elevate your legs for 10-15 minutes — lie on your back with your legs up against a wall. This is not a luxury. It is a mechanical aid to venous return that reduces lower-limb swelling and accelerates fluid redistribution.

Start drinking water with electrolytes. Not aggressively — 500ml per hour is sufficient. You will already be partially rehydrated from the recovery shake.

Hours 1-2: First Full Meal

A proper meal. Carbohydrate-rich: rice, pasta, potatoes, bread. Protein: chicken, fish, eggs, legumes. Vegetables for micronutrients. This is not the time for diet restriction or portion control. You are refuelling a machine that needs to perform again in 14-16 hours.

Hours 2-5: Afternoon Recovery

This is the window most riders waste. They socialise, walk around the event village, stand in queues, or sit in uncomfortable chairs checking social media. All of that costs recovery.

If a 20-30 minute nap is possible, take it. Set an alarm — longer naps risk disrupting your overnight sleep. If you cannot nap, lie down with legs elevated. Stay off your feet. Gentle walking to meals is fine; standing around for two hours is not. Use a foam roller or massage ball on quads, calves, and glutes — 10 minutes per muscle group, moderate pressure, not aggressive deep-tissue work that creates additional inflammation.

Continue eating carbohydrate-rich snacks through the afternoon. Rice cakes, fruit, cereal bars, whatever you tolerate well. You are chasing a daily carbohydrate target of 8-10g per kg of body weight, and you will not hit it across two meals alone.

Evening: Pre-Stage Preparation

A full evening meal, again carbohydrate-heavy. Lay out the next day's kit, nutrition, and bottles. Check your bike briefly — tyre pressure, chain lube, cleats, brake pads. Charge your devices. Set your alarm. Be in bed by 21:30-22:00. This same sequence, every night, no variation. The consistency is part of the recovery.

Nutrition Strategy Across Multiple Days

Multi-day nutrition differs from single-day nutrition in one critical way: the deficit compounds. A 500-calorie shortfall on day one is manageable. That same shortfall repeated across three days becomes a 1,500-calorie hole that manifests as dead legs, poor sleep, depressed mood, and elevated perceived exertion at the same power output.

On-Bike Fuelling

The target is 80-90g of carbohydrate per hour across every stage. Not just the hard stages — every stage. Use a mix of glucose and fructose sources (the 2:1 ratio that Asker Jeukendrup's research established as the standard for high-absorption carbohydrate delivery). Gels, bars, drink mix, rice cakes — whatever combination you have practised in training.

Here is the part most riders miss: your gut's tolerance for high carbohydrate intake can decline across multi-day events. The combination of accumulated stress, disrupted sleep, and elevated cortisol can reduce gastric emptying rates. If you notice GI distress building from day two onwards, shift your fuel mix toward liquids and gels and away from solid foods. The absorption is faster and the mechanical burden on a stressed gut is lower.

Off-Bike Daily Targets

Across the full day — on-bike and off-bike combined — your carbohydrate target is 8-10g per kg of body weight. Protein sits at 1.5-2.0g per kg. For a 75kg rider, that translates to 600-750g of carbohydrate and 112-150g of protein daily. This is substantially more food than most riders eat in normal training.

You will not feel like eating this much by day three. Eat it anyway. Appetite suppression under fatigue is a normal physiological response — your body downregulates hunger signals when cortisol is chronically elevated. But the fuelling requirement does not decrease with your appetite. If anything, it increases as glycogen stores become harder to fully replenish.

Carry familiar foods in your luggage. Porridge oats, nut butter, honey, dried fruit, cereal bars you know your stomach tolerates. Event catering varies wildly in quality and timing. Having your own supply means you are never dependent on what the hotel puts out at breakfast or what the feed zone provides.

Sleep as a Recovery Tool

Sleep is not passive rest. It is the most metabolically active recovery period your body has. Growth hormone peaks during deep sleep. Protein synthesis accelerates. The central nervous system resets its fatigue thresholds and recalibrates pain perception. Miss two hours of sleep across three nights and you lose the equivalent of a full night's deep-sleep recovery — with measurable consequences for power output, reaction time, and decision-making.

Multi-day events attack sleep from every angle. Unfamiliar beds. Shared rooms with riders who snore. Altitude (above 1,500m, sleep architecture is disrupted even in acclimatised individuals). Pre-stage anxiety. Post-stage caffeine timing errors. Early starts. Late finishes.

What You Can Control

Bring your own pillow. It sounds absurd. It is the single most effective sleep intervention for multi-night events. Familiar sensory input accelerates sleep onset. Your pillow fits in a stuff sack and weighs nothing relative to the rest of your luggage.

Earplugs and an eye mask. Non-negotiable. Even if you think you sleep well in any environment, the cumulative effect of disrupted sleep across five nights is not something you notice until day four, when it manifests as inexplicable fatigue at manageable power outputs.

Caffeine curfew. No caffeine after 14:00 on event days. The half-life of caffeine is 5-6 hours, meaning a post-stage coffee at 16:00 still has meaningful stimulant effects at 22:00. If you need caffeine to get through the stage, front-load it: pre-stage and early in the ride, not in the final two hours.

Cool the room. Optimal sleep temperature is 16-19 degrees Celsius. If you are in a southern European hotel in summer, this means air conditioning or an open window. Overheating during sleep reduces deep-sleep duration and increases nighttime wakefulness.

Consistent bedtime. Aim for the same lights-out time every night. Your circadian system benefits from regularity even in an unfamiliar environment. Kit and Logistics: Reducing Decision Fatigue

Decision fatigue is real and it compounds alongside physical fatigue. By day four, your cognitive resources are depleted alongside your glycogen. Every decision you have to make in the morning — what to wear, where your nutrition is, whether your bottles are filled, which pocket has the spare tube — costs mental energy that would be better spent on the stage.

The Night-Before Protocol

Every evening, after dinner, spend 15 minutes setting out the next day:

  • Kit laid out in order: base layer, jersey, shorts, socks, shoes, gloves, glasses, helmet
  • Bottles filled and in the fridge (or at least pre-mixed)
  • On-bike nutrition packed into jersey pockets or a bento box: gels, bars, and drink mix for the stage, plus one spare hour of fuel
  • Devices charged: head unit, power meter, heart rate strap, phone
  • Tyres checked: quick squeeze, visual inspection
  • Chain lubed if needed
  • One bag packed with post-stage essentials: recovery shake, clean clothes, compression garments, flip-flops

When the alarm goes off, your only job is to eat breakfast and ride. Everything else is already done.

Two Kits Minimum

Pack at least two complete sets of cycling kit. Wash one each evening and hang it to dry; wear the other the next morning. Starting a stage in yesterday's damp, salt-crusted kit is not just uncomfortable — it increases the risk of saddle sores, skin irritation, and chafing that worsens exponentially across multiple days. Chamois cream goes on fresh each morning, generously.

The event packing list covers the full inventory. For multi-day events specifically, add: spare brake pads (descending thousands of metres across five days eats through pads faster than you expect), spare cleats, a second pair of cycling shoes if you are prone to hot spots, and a tube of deep heat or anti-inflammatory cream for evening application to particularly sore muscles.

The Mental Game

The physical challenge of a multi-day event is real. The mental challenge is harder.

In a single-day event, discomfort builds and then it ends. You push through the pain, you cross the line, and within hours the suffering begins to fade into satisfaction. In a multi-day event, discomfort builds and then it does not fully reset. You wake up on day three already uncomfortable. Your legs hurt before the start. Your backside is sore. Your hands ache from the bars. And you have to ride hard again, knowing that tomorrow will feel the same or worse.

This is where most withdrawals happen. Not because the body fails — because the mind decides the cost is no longer worth it.

Acceptance Over Fighting

The riders who finish multi-day events well have a specific mental characteristic: they accept the state of their body each morning rather than fighting it. Day-three legs feel different from day-one legs. Acknowledging that — riding with the body you have today rather than the body you had on day one — is the mental skill that separates finishers from withdrawals.

This means recalibrating your expectations each morning. If day one was 220 watts normalised and today you wake up feeling heavy, your target might be 200 watts. That is not failure. That is the appropriate physiological response to accumulated stress. Chasing day-one numbers on day-three legs is how riders crack on day four.

Segmenting the Day

Break each stage into manageable pieces. Not the whole 140km — the next feed zone, the next summit, the next valley. The mental tools for long efforts apply directly here. Focus on what is immediately in front of you. The cumulative distance remaining across the event is a number you do not need in your head.

The Day-Three Valley

In almost every multi-day event, day three is the low point. Glycogen depletion is at its worst, muscle damage markers have peaked, sleep debt is accumulating, and the novelty of the event has worn off. The good news: if you get through day three, days four and five often feel marginally better. Not because you have recovered — but because your body begins to adapt to the chronic stress, your central governor recalibrates, and psychologically you can see the finish.

Knowing this in advance is half the battle. When day three feels terrible, remind yourself that every rider around you feels the same way, and that this is the trough, not the trend.

Community and Shared Suffering

This is one area where having people around you matters. Riding with others who understand the specific fatigue of a multi-day event — who do not need it explained, who are sitting at breakfast with the same dead eyes and sore legs — provides a psychological buffer that solo riding does not. Race Week Preparation

The final seven days before a multi-day event are about protection, not improvement. No fitness gains are available in the last week. Every ride you do is either maintaining sharpness or accumulating fatigue. The balance is delicate.

Days 7-4 Before

Reduce volume by 40-50 per cent from your peak week. Keep two short, sharp sessions — 3x5 minutes at threshold, or 5x90 seconds at VO2max — to maintain top-end sharpness. Everything else is Zone 2 spinning. The tapering guide covers this in full detail.

Days 3-1 Before

Travel days, if applicable. Ride for 30-45 minutes at a coffee-ride pace, with two or three 30-second openers to keep the legs firing. Pack your bags with the night-before protocol already planned for each stage. Pre-mix your recovery shakes into individual servings so they are ready to go at each finish.

Carbohydrate Loading

Begin a structured carb load 48 hours before stage one. This is not a pasta binge — it is a systematic increase in carbohydrate intake to 10-12g per kg of body weight while maintaining normal meal structure. For a 75kg rider, that is 750-900g of carbohydrate across each of the final two days. Rice, oats, pasta, bread, fruit, and liquid carbohydrate supplements all contribute. You will feel bloated. That is the glycogen and its associated water being stored. It is temporary and it is your day-one fuel reserve.

Reconnaissance

If possible, review the stage profiles in advance. Know where the climbs are, where the feed zones sit, and where the hard parts come relative to the overall distance. A stage that puts the hardest climb in the final 30km demands different pacing from one that climbs in the first hour and descends to the finish. Many events publish detailed stage profiles weeks in advance — study them. The riders who pace poorly on day one are often the riders who did not look at the profile closely enough.

Bringing It Together

Multi-day events are not harder versions of one-day events. They are fundamentally different challenges that demand a different preparation framework. The fitness you build through back-to-back training blocks gets you to the start line. The recovery protocol, the pacing discipline, the nutrition logistics, the sleep hygiene, and the mental acceptance of accumulated discomfort are what get you to the finish line on day five.

The riders who do this well are rarely the strongest in the field. They are the most disciplined. They hold back on day one when everything says push. They eat when they are not hungry. They go to bed when others are socialising. They lay out their kit when they would rather collapse. And on day five, when the riders who went hard on day one are cramping on the final climb, they are still racing.

That discipline starts in training. Practise the protocol on your back-to-back weekends. Treat every stacked Saturday-Sunday as a two-stage event. Nail the recovery window, time your meals, test your sleep routine, pack your kit the night before. By the time you arrive at the real thing, the logistics are automatic and your energy is where it belongs — on the road.
