They come from showing up week after week, sleeping properly, eating enough, and distributing your intensity sensibly -- in that order. The training pyramid puts these factors in a hierarchy: consistency at the base, then sleep, then nutrition, then intensity distribution, then the specifics everyone wants to skip to. Most amateur cyclists invert this completely, spending hours debating sweet spot versus polarised while sleeping six hours a night and training three weeks out of every five.
This piece walks through each tier of the pyramid -- what it contributes, what happens when you neglect it, and why fixing the base layers captures the vast majority of available improvement before you ever touch the top.
The Pyramid Most Cyclists Build Upside Down
Picture a five-tier pyramid. The bottom tier is the widest -- it has the most surface area, the most impact. The top tier is narrow, contributing only a sliver of the total. Now imagine that every level you get wrong subtracts from everything above it. A wobbly base makes the whole structure unstable, no matter how precisely you've shaped the peak.
The tiers, from bottom to top:
- Consistency -- showing up, week after week, month after month
- Sleep and recovery -- the environment where adaptation physically occurs
- Nutrition -- fuelling the work you're doing (not restricting it)
- Intensity distribution -- how you split easy and hard training
- Specifics -- periodisation models, supplement timing, altitude, equipment marginals
Most cyclists I speak to -- on the podcast, in the Roadman community, through coaching conversations -- are optimising from the top down. They're researching Norwegian 4x8 protocols while averaging four hours of sleep. They're timing their creatine to the minute while skipping every third training week because life gets in the way. The pyramid doesn't work that way. Each tier is a multiplier on everything above it, and a multiplier applied to zero is still zero.
Tier 1: Consistency -- The Foundation That Isn't Sexy
Consistency is worth somewhere between 40-50% of your total improvement over any given training year. That number comes from a simple observation: physiological adaptations -- mitochondrial biogenesis, capillary growth, cardiac remodelling, neuromuscular recruitment -- require sustained, repeated stimulus. Miss the stimulus and the adaptation doesn't happen. There is no shortcut around this.
Joe Friel has said on the podcast that the single best predictor of an athlete's improvement over a season is the percentage of planned sessions they actually completed. Not the quality of those sessions. Not the specificity. The completion rate. He's coached thousands of athletes across decades, and that observation has held remarkably stable.
The arithmetic is stark. A cyclist who trains five days per week for 48 weeks accumulates 240 sessions. One who manages the same five days but only sustains 36 weeks -- because of illness, travel, motivation dips, work crises -- logs 180 sessions. That's a 33% gap. No interval protocol in existence compensates for a third of your training disappearing.
What Happens When You Miss Weeks vs Skip Intervals
This is the comparison that reframes everything. Suppose you have two cyclists with identical physiology:
- Cyclist A trains consistently for 48 weeks, doing nothing fancy -- mostly Zone 2, a couple of tempo efforts per week, one longer ride at the weekend. No structured intervals. No periodisation.
- Cyclist B follows a sophisticated polarised plan with perfectly prescribed VO2max intervals, sweet spot blocks, and taper phases -- but only manages 36 weeks because of repeated breaks.
After 12 months, Cyclist A is almost certainly fitter. The unbroken aerobic development, the accumulated volume, the compounding adaptation from never losing ground -- it beats the superior plan executed inconsistently. I've watched this play out in the community dozens of times.
This doesn't mean intervals are pointless. It means intervals applied to a consistent base produce results, and intervals applied to an inconsistent base produce frustration. The base comes first.
How to Protect Consistency
Consistency fails for predictable reasons: overambitious plans, rigid schedules that crack under real-life pressure, and the all-or-nothing mentality that turns a missed Tuesday into a written-off week.

- Have a bad-day protocol. Slept poorly? Do 45 minutes easy instead of nothing. Stressed from work? Spin the legs instead of forcing the threshold session. Something always beats nothing.
- Track weeks trained, not peak performances. Your TSS for the year matters less than how many weeks you actually logged training. Count the weeks. Aim for 46+.
Tier 2: Sleep -- Where the Adaptation Actually Happens
Training is a stimulus. Sleep is where that stimulus becomes fitness. Without adequate sleep, your body receives the signal to adapt but lacks the hormonal and neurological environment to follow through. You're posting letters that never arrive.
The research here is unambiguous. Leproult and Van Cauter's work, published in JAMA, showed that healthy young men restricted to five hours of sleep per night for one week saw testosterone levels drop by 10-15%. Testosterone is a primary driver of muscle repair, protein synthesis, and recovery from training load. A 10% drop doesn't sound dramatic until you realise that's equivalent to ageing 10-15 years hormonally.
Growth hormone -- the other critical recovery hormone -- releases predominantly during deep sleep. Roughly 70% of daily GH secretion occurs during slow-wave sleep phases. Dan Lorang, head of performance at Red Bull-Bora-Hansgrohe and coach to some of the best endurance athletes on the planet, told me on the podcast that sleep monitoring is the first thing he implements with a new athlete -- before power testing, before lactate profiling, before anything related to training load. His reasoning: if the recovery environment isn't functioning, the training data is meaningless because nothing is being absorbed properly.
The Sleep Debt Problem
Sleep debt accumulates silently. You don't feel the full cost of a bad night immediately -- cortisol and adrenaline mask it. But the adaptation deficit stacks. Three nights of six hours feels manageable. A month of it is a slow erosion of your aerobic base, your power output, and your injury resilience.
Cheri Mah's Stanford sleep-extension studies showed measurable improvements in sprint speed, reaction time, and subjective wellbeing when athletes moved from their habitual sleep duration to 10 hours per night. Most amateurs won't manage ten, but the direction of the evidence is clear: more sleep, within the 7.5-9 hour range, produces measurable performance returns.
Practical Sleep Targets
- 7.5-8.5 hours of actual sleep per night. That typically means 8-9 hours in bed.
- Consistency of sleep timing matters as much as duration. The same bedtime and wake time, seven days a week, stabilises your circadian rhythm and improves sleep quality at any given duration.
- Caffeine cutoff at midday. Caffeine has a 5-6 hour half-life. A 2pm coffee means half that caffeine is still circulating at 8pm. Push the cutoff earlier if you're sensitive.
- During heavy training blocks, add 30-60 minutes. Your body needs more recovery substrate when the training stimulus is higher.
If you're currently sleeping six hours and training ten hours a week, the single highest-return change you can make isn't adding another interval session. It's going to bed an hour earlier. Use the recovery screen tool to track whether your recovery markers are keeping pace with your training load.
Tier 3: Nutrition -- Fuelling the Work, Not Restricting It
The nutrition tier sits above sleep because you can eat well and still be wrecked by poor sleep, but you can't out-eat sleep deprivation. That said, nutrition failures are among the most common self-inflicted wounds in amateur cycling, and they almost always go in the same direction: under-fuelling.
The pattern is depressingly familiar. A rider wants to lose weight to improve their power-to-weight ratio. They cut calories. Power drops. Training quality suffers. They train harder to compensate. They get injured or ill. Season over. I've had this conversation hundreds of times, and it runs the same way nearly every time.
Joe Friel calls this "the weight obsession that kills performance." In his experience coaching masters cyclists, the athletes who improve most consistently are the ones who eat enough to support their training load and let body composition sort itself out over time. The ones who chronically restrict are the ones who plateau, get injured, or burn out.
What Under-Fuelling Actually Costs
The science on Relative Energy Deficiency in Sport (RED-S) has made this increasingly clear. Chronic energy deficit doesn't just make you tired -- it suppresses thyroid function, reduces bone density, impairs immune function, disrupts menstrual cycles, and blunts the hormonal cascade needed for training adaptation. For masters cyclists especially, where hormonal headroom is already narrower, the margin for error is smaller.
A study by Mountjoy et al. (2018) expanded the understanding of RED-S beyond the original "female athlete triad," showing that male athletes are equally susceptible to the performance and health consequences of chronic low energy availability.
The Right Framework
The concept that reframes nutrition for performance is "fuel for the work required" -- eating according to the training you're doing that day, not according to a fixed calorie target.
- High-volume or high-intensity day: Increase carbohydrate intake substantially. 7-10g per kilogram of bodyweight for very heavy days. This is more food than most amateurs expect.
- Rest day or very easy day: Scale back slightly, but don't starve yourself. 3-5g/kg of carbohydrate is appropriate. Protein stays consistent.
- Protein target: 1.6-2.2g per kilogram of bodyweight daily, spread across 3-4 meals. For riders over 40, the upper end of this range is important because muscle protein synthesis becomes less efficient with age.
The riders in the Roadman community who've made the biggest breakthroughs often report the same thing: the moment they started eating enough -- particularly around training sessions -- their power numbers moved and their recovery improved noticeably. Not because of any exotic supplement or timing protocol. Because they stopped starving the engine.
Tier 4: Intensity Distribution -- The 80/20 Split
Now we reach the tier where most training discussions begin. The trouble is, most cyclists arrive here without the three tiers below being solid, which means the intensity distribution debate is academic -- they're optimising a parameter that's being undermined by inconsistency, sleep deprivation, or under-fuelling.
But assuming the base is in place, intensity distribution matters. And the evidence points in a clear direction.
Professor Stephen Seiler has spent over two decades studying how elite endurance athletes distribute their training intensity. His findings, replicated across cross-country skiing, rowing, cycling, and distance running, show a remarkably consistent pattern: roughly 80% of training sessions at low intensity (below the first lactate threshold) and roughly 20% at high intensity (above the second lactate threshold). Very little time in the moderate zone between the two.
This is the polarised model, and it's not a prescription -- it's an observation of what the world's best endurance athletes actually do when tracked over months and years. The pattern emerged independently across sports, countries, and coaching traditions. Seiler didn't invent it; he documented it.
Why 80/20 Works
The logic is physiological. Low-intensity training develops the aerobic engine -- mitochondrial density, capillary networks, fat oxidation, cardiac output -- without generating excessive fatigue. High-intensity training stresses the anaerobic systems and drives VO2max adaptation. The moderate zone (roughly Zone 3, or "tempo") provides some of both stimuli but generates disproportionate fatigue relative to the adaptation it produces.
Riders who spend too much time in the moderate zone -- the "grey zone trap" -- end up too tired to go truly hard on their hard days and too stressed to recover on their easy days. The result is a kind of training purgatory where everything feels moderately difficult and nothing produces meaningful adaptation.
Check your own numbers. Use the FTP zones calculator or the heart rate zones calculator to define your zones clearly, then look at your last month of training. The Amateur Twist
For time-crunched amateurs -- and most of us are time-crunched -- the 80/20 ratio is harder to achieve because total volume is low. If you're riding six hours a week, 80% easy gives you 4 hours 48 minutes of Zone 2 and 1 hour 12 minutes of intensity. That's tight. Some coaches, including John Wakefield, argue that amateurs can tolerate a slightly higher intensity percentage (closer to 75/25) precisely because their total load is lower and recovery demands are smaller.
The principle holds either way: the majority of your riding should be properly easy. Easy enough to hold a full conversation. Easy enough that you could sustain it for hours without accumulating meaningful fatigue. If your "easy" rides leave you tired the next day, they weren't easy.
Tier 5: The Specifics -- Details That Only Matter Once
This is the tier that fills forums, podcasts (including mine), and Instagram reels. Which periodisation model? Linear, reverse, block, undulating? Which intervals -- 4x8 at 90% VO2max or 8x4 at 95%? Which supplements -- beta-alanine, beetroot juice, caffeine? Which crank length, which tyre pressure, which altitude camp?
These details matter. They can contribute 1-3% of total performance. For a professional cyclist racing on margins of seconds, 1-3% is the difference between the podium and the team bus. For an amateur cyclist who's sleeping six hours a night and missing every third training week, 1-3% is invisible noise buried under the 30-40% they're leaving on the table at the base of the pyramid.
The specifics are the dessert, not the meal. And eating dessert first doesn't count as a balanced diet.
When to Start Caring About Specifics
You've earned the right to optimise the top tier when:
- You've trained consistently for 46+ weeks in the past year
- You're sleeping 7.5-8+ hours per night, most nights
- You're eating enough to fuel your training without chronic restriction
- Your intensity distribution is broadly 80/20 (or at least not grey-zone dominant)
- You can look at your training stress data and see steady, progressive loading without major gaps
At that point, the difference between a block periodisation model and a linear one might be worth a few watts. The difference between sweet spot and polarised might tilt the needle for your specific profile. The difference between 20mg and 40mg of beetroot-juice nitrate might show up in a time trial.
But not before. And the vast majority of amateur cyclists are not at that point. That's not a criticism -- it's a recognition that life is complex, and getting the bottom three tiers reliably right is hard enough without worrying about the top two.
The 80/20 of Cycling Improvement
The Pareto principle applies with unusual precision here. Roughly 80% of your cycling improvement comes from 20% of the factors: showing up consistently, sleeping enough, and eating properly. The remaining 20% of improvement comes from the other 80% of the factors: intensity distribution, periodisation, intervals, equipment, supplements, race tactics.
This isn't an argument against knowledge or sophistication. Understanding how to structure a training plan is valuable. Knowing the difference between Zone 2 training approaches is useful. It's leverage applied to a base that must exist first.
The riders I see making the fastest progress -- in the community, through the podcast, in the coaching conversations I have every week -- aren't the ones with the most sophisticated training plans. They're the ones who stopped missing weeks. Who went to bed an hour earlier. Who ate a proper breakfast before their Saturday ride instead of heading out fasted because someone on a forum told them it would improve their fat oxidation. The boring stuff. The stuff that doesn't make good content but makes very good cyclists.
A Self-Assessment You Can Do Right Now
Before you open TrainingPeaks and redesign your next mesocycle, answer these five questions honestly:
- How many weeks did you train in the last 12 months? If the answer is below 44, your first priority is consistency. Not more intensity. Not a different plan. More weeks.
- How many hours are you actually sleeping? Track it for a week -- not how long you're in bed, but how long you're asleep. If it's below 7.5 hours, that's your biggest lever.
- Are you eating enough to support your training? If you're losing weight unintentionally, feeling flat in sessions despite adequate rest, getting ill frequently, or losing power despite consistent training, you're probably under-fuelled.
- What percentage of your training is actually easy? Check your heart rate zones or power zones. If less than 75% of your time is in Zone 1-2, your intensity distribution needs attention.
- Are you skipping the basics to optimise the details? If you're researching altitude tents while averaging six hours of sleep, you have your answer.
The pyramid isn't complicated. The hard part isn't understanding it -- it's accepting that the most impactful work is the least interesting work, and doing it anyway.
Where the Experts Agree
I've spoken to hundreds of coaches, scientists, and elite athletes across the podcast. The striking thing is how much they agree on the fundamentals, despite disagreeing on the specifics.
Stephen Seiler and Joe Friel come from different coaching traditions and recommend different periodisation models. But ask either of them what matters most for amateur cyclists, and they'll say consistency and adequate recovery in some order. Dan Lorang builds some of the most data-driven, technologically sophisticated training programmes in professional cycling, and his first intervention with a new athlete is a sleep audit. John Wakefield can programme torque intervals with surgical precision, but he'll tell you those intervals are worthless if the athlete isn't recovering between sessions.
The coaches who've seen the most athletes, across the widest range of abilities, over the longest careers, all converge on the same hierarchy. That convergence is more persuasive than any single study.
Building Your Pyramid From the Bottom
If you've read this far and recognised that your pyramid is inverted -- that you've been polishing the peak while the base crumbles -- the fix is simple, even if it isn't exciting.
Month 1: Fix consistency. Set a realistic weekly training volume you can sustain through work travel, bad weather, family obligations, and low motivation. Plan for the worst week, not the best. Month 2: Fix sleep. Move bedtime 30 minutes earlier. Cut caffeine after midday. Set a consistent wake time seven days a week. Track actual sleep duration (a basic fitness tracker is sufficient). Target 7.5 hours minimum.
Month 3: Fix nutrition. Calculate your approximate daily energy expenditure on training days and rest days. Eat to match it, biased toward carbohydrate around training and protein spread across the day. Stop restricting on training days. If you're unsure whether you're eating enough, you're probably not.
Month 4 onwards: Refine intensity distribution. With consistency, sleep, and nutrition stabilised, now you can meaningfully assess your training quality. Are your easy days easy enough? Are your hard days hard enough? Is your TSS progressing week over week?
