Your last race of the season is done. The bike is in the garage. The question that follows — every single year — is the same: what now?
Most riders answer it badly. One camp keeps training through October and November as if the season never ended, swapping races for Zwift leagues and wondering why February feels like a wall. The other camp stops everything, eats what they want, drinks what they want, and arrives in January with a fitness hole so deep that the first base block feels like starting from scratch.
Both are wrong, and both are wrong for the same reason. They treat the off-season as either a continuation or an absence. It is neither. It is a phase — the first phase of the next season — and it has a specific structure, a specific purpose, and a specific sequence that matters. Joe Friel has written about this for decades: the transition period is not dead time. It is where the foundation for next year's peak gets poured. Get it right and January begins from a platform. Skip it and you spend the first three months of the new season recovering from the old one.
This is the operating manual for the 4-8 weeks between your final event and the start of structured training. Not winter training — that is a different post and a different phase. Not the pro offseason checklist — dental checks and blood panels, although important, are logistics. This is the roadmap for the transition itself: what to do, in what order, and why.
How Long the Off-Season Should Be
Four weeks minimum. Eight weeks maximum. The exact length depends on three things.
Season length and density. A rider who raced from March to October — with training camps, stage races, and targets spread across eight months — needs a longer transition than someone who did four sportives and a couple of time trials. The longer the season, the deeper the accumulated fatigue, and the more time the body needs to clear it.
Accumulated fatigue type. Physical fatigue is one thing. Psychological fatigue is another, and it is often deeper. If you spent the season chasing a target that did not materialise — missed a qualification, bonked at a key event, never hit the form you expected — the mental recovery takes longer than the physical recovery. Respect that. Motivation is a finite resource, and the off-season is where you refill it.
Age and recovery capacity. A 25-year-old pro can take two weeks off and start base training in mid-October. A masters rider in their late 40s or 50s, with work stress, family commitments, and the slower recovery that comes with age, may need the full eight weeks. For most amateur riders — the 35-55 age bracket, training 8-12 hours a week, racing or doing sportives from April to September — six weeks is the practical sweet spot. Two weeks of genuine break, two weeks of cross-training and strength focus, two weeks of unstructured riding that gradually reintroduces volume.
The Break: Weeks 1-2
This is the part most riders struggle with. Doing nothing feels lazy. Scrolling through Strava and watching your fitness score drop feels like watching money burn. But the break is not laziness. It is the most productive thing you can do with these two weeks, because the adaptation you are chasing is not physical. It is neurological and psychological.
Switch off the data. No power meter. No heart rate strap. No Strava uploads. Pause your TrainingPeaks account if the CTL graph bothers you — and it will bother you. This is not about hiding from the numbers. It is about breaking the compulsive relationship with metrics that builds over a long season. Professor Stephen Seiler, when he appeared on the podcast, made the point that data-driven athletes often become data-dependent athletes, and the off-season is the reset for that dependency.
Keep moving, but without structure. Walk. Hike. Swim. Ride to the cafe with no route planned and no pace target. Play football with your kids. The body still benefits from movement — blood flow, joint mobility, light aerobic stimulus — but the key distinction is that none of it is prescribed. You ride because you feel like it, not because a calendar says to. If you do not feel like riding, do not ride. That is the point.
Accept the fitness dip. Research on trained endurance athletes shows VO2max declines roughly 3-5% after two weeks of detraining. Plasma volume drops. Mitochondrial enzyme activity decreases slightly. All of this sounds alarming until you realise that these adaptations return within 2-3 weeks of resumed training. The fitness you lose in a fortnight takes a fraction of that to rebuild. The fatigue you clear takes months to clear any other way. The trade is overwhelmingly in your favour.
What you are actually doing in these two weeks is allowing the endocrine system to reset, clearing the chronic cortisol elevation that accumulates over a race season, letting soft tissue damage fully repair, and — critically — allowing motivation to regenerate. You cannot manufacture motivation with discipline. You can only create the conditions for it to return on its own. Rest is how.
The Limiter Audit: Week 2-3
Before you start building anything new, you need to know what broke. The limiter audit is the single highest-value exercise of the entire off-season, and it takes about an hour.
Pull up your season's data. Not every file — the key races, the key training blocks, the sessions where things went wrong. Open the Training Load Calculator and look at the shape of your season. Then ask three questions.
Where did I lose time I should not have lost? Was it climbing? Pacing? The final 30km of long events? Specific segments where rivals rode away? Be precise. "I need to be fitter" is not a limiter. "I lost 45 seconds per kilometre on climbs over 8% gradient compared to the riders I was matching on the flat" is a limiter.
What failed in execution? Fuelling is the most common one. If you bonked, cramped, or faded in the final third of events, the limiter is not fitness — it is nutrition strategy. Review your TSS from those events alongside your fuelling log. If you were eating 40g of carbohydrate per hour when the evidence says 80-120g, that is a fixable problem that has nothing to do with your FTP.
What did I avoid training? This is the uncomfortable one. Most riders have a session type they consistently skip or half-complete. For some it is VO2max intervals. For others it is long endurance rides. For many, it is strength training. The thing you avoid is almost always the thing you need most, because it exposes the weakness you would rather not confront.
Write the answers down. Three limiters, ranked. These become the architecture of your next season's training plan. When January arrives and you sit down with your periodisation framework, these limiters are what you build around — not a generic twelve-week plan from the internet, but a specific plan that addresses the specific things holding you back.
Strength Training: The Priority Window
The off-season is the one block in the year where the gym should lead and the bike should follow. During the season, strength work is maintenance at best — two light sessions squeezed around hard rides and races. During the off-season, with bike intensity at zero and volume low, the body can absorb a proper strength stimulus and actually adapt to it.
Two to three sessions per week. Forty-five to sixty minutes each. Progressive overload — meaning you increase the load systematically over weeks, not randomly. The focus is on cycling-specific movement patterns that build force production, address muscular imbalances, and protect against injury.
The exercises that matter:
- Bulgarian split squats. The single best lower-body exercise for cyclists. Unilateral, so it exposes and corrects left-right imbalances. Loads the quads, glutes, and hip stabilisers in a pattern that transfers directly to the pedal stroke. Start with bodyweight, progress to dumbbells.
- Step-ups. A weighted step-up onto a 40-50cm box mimics the force production of climbing. Single-leg, concentric-dominant, low injury risk. Use dumbbells or a weighted vest.
- Hip thrusts. The glutes are the biggest power producers on the bike and the most under-trained muscle group in most cyclists. Barbell hip thrusts (or banded variations) build posterior chain strength without spinal loading.
- Single-leg press. Machine-based, controlled, and safe. Allows progressive overload of the quads and glutes without the balance demands of free-weight squats. Useful for building raw force capacity.
- Core stability. Dead bugs, Pallof presses, side planks, bird dogs. The core connects the upper and lower body on the bike — a weak core leaks power. These are not about aesthetics. They are about force transfer.
- Loaded carries. Farmer's walks, suitcase carries. Build grip, core stability, and total-body resilience. Walk 30-40 metres with heavy dumbbells. Simple and brutally effective.

If you have never lifted, start with bodyweight and bands for the first two to three weeks before adding external load. If you have gym experience, this is the window to push it.
One non-negotiable: no heavy barbell compound lifts. No back squats. No conventional deadlifts. No barbell bent-over rows. The injury risk for riders in the 35-55 age bracket — often with cycling-specific postural issues, tight hip flexors, and limited thoracic mobility — outweighs the marginal benefit over safer alternatives. Every exercise listed above achieves the same training goal with a fraction of the risk.
Cross-Training: Moving Differently
The off-season is when you stop being a cyclist and start being an athlete. Different movement patterns load different tissues, maintain aerobic fitness through variety, and address the physical deficits that cycling creates.
Running. The most accessible cross-training option and the one with the most direct aerobic transfer. Two to three sessions per week, capped at 90 minutes total. Start with run-walk intervals if you have not run recently — the eccentric loading of running is dramatically different from cycling's concentric-only pedal stroke, and connective tissue needs time to adapt. Swimming. Zero-impact, full-body, and excellent for shoulder mobility and thoracic extension — two things that cycling destroys. Even two 30-minute pool sessions per week make a measurable difference to upper-body posture and breathing mechanics. You do not need to be fast. You need to move through full range of motion in a non-weight-bearing environment.
Hiking. Underrated. Long walks on varied terrain — hills, trails, uneven ground — build aerobic fitness, load the calves and ankles (which cycling neglects entirely), and provide the kind of low-grade, sustained effort that supports fat oxidation. A three-hour hike with 500m of elevation is genuine training. It also happens to be enjoyable in a way that three hours on the turbo in November is not.
Yoga or Pilates. Both address the flexibility and postural deficits that cycling accumulates. Tight hip flexors, rounded thoracic spine, locked-up hamstrings — one to two sessions per week through the off-season can reverse months of damage. Mat-based work is sufficient. You do not need a heated studio or an advanced class. The goal is restoration, not transformation.
The common thread across all cross-training is that it should serve the athlete, not replace the cyclist. You are not training to become a runner or a swimmer. You are using different tools to maintain fitness, build resilience, and come back to the bike in January as a more complete physical specimen. Most riders find that two to three cross-training sessions per week, mixed across two or three different activities, is enough variety to stay engaged without overloading any single tissue.
Unstructured Riding: Weeks 3-6
Once the break is over and the strength work is established, riding comes back — but not structured riding. Not yet.
This is the phase where you ride for the pure pleasure of it. Gravel rides with no route plan. Social spins with the club where the pace is whatever the group decides. Exploring roads you have never taken. Mountain bike trails if you have one gathering dust. Coffee rides that take twice as long as they should because you stop three times.
The purpose is twofold. First, it maintains aerobic base without adding training stress. Easy riding — Zone 1-2, conversational pace — keeps the cardiovascular system ticking over without generating the kind of fatigue that delays recovery. Second, it rebuilds the emotional relationship with the bike. After a long season of prescribed intervals, target power, and performance anxiety, the off-season is when you remember why you started riding in the first place. That feeling matters. A rider who begins structured training in January because they actually want to do intervals will produce better adaptation than one who starts because the calendar says to.
Keep the Recovery Screen in mind during this phase. If HRV is still depressed, resting heart rate is elevated, or sleep quality is poor, extend the unstructured period. The body will tell you when it is ready. Listening to it is not weakness. Ignoring it is.
Volume during this phase should be roughly 50-60% of your in-season weekly hours. If you were riding 10 hours a week in summer, 5-6 hours of easy, unstructured riding is appropriate. No intervals. No tempo pulls. No Strava segments. Just riding.
Weight Management Without Obsession
A common anxiety during the off-season is weight gain. Training volume drops, calorie expenditure falls, and the holiday period puts tempting food within arm's reach. The response from many riders is either to diet aggressively (which undermines recovery and muscle building) or to abandon all restraint and gain 5-6kg that takes months to shift.
Neither serves you. The sensible middle ground: eat to support your training, which during the off-season means eating to support strength work and recovery. Protein intake should stay at 1.6-2.0g per kilogram of bodyweight daily — this supports the muscle-building stimulus from the gym. Carbohydrates scale down naturally with reduced training volume. Total calorie intake drops, but not dramatically.
A gain of 1-2kg over the off-season is normal and expected. It reflects reduced glycogen stores being topped up less frequently, slightly higher body fat from reduced training volume, and potentially increased muscle mass from strength work. Do not attempt to reach race weight during the off-season. Race weight is a peak condition, achieved through the combination of high training volume and careful nutrition timing that happens in the final weeks before a target event. Trying to maintain it year-round is physiologically stressful and psychologically exhausting. Let it go. It comes back when you need it.
When to Start Structured Training Again
This is the question everyone wants a date for, and the accurate answer is: it depends. But there are signals that reliably indicate readiness.
Motivation returns naturally. You find yourself thinking about intervals without dreading them. You look at Zwift and feel excitement rather than obligation. You start browsing race calendars for next year. This is not something you can force. If you are still dreading structured training after six weeks off, you either need more time or you need to re-examine whether your training structure was sustainable in the first place.
Sleep normalises. During a hard season, many riders experience disrupted sleep — difficulty falling asleep after evening sessions, restless nights before races, early waking from elevated cortisol. When sleep becomes consistently deep, uninterrupted, and refreshing without effort, the nervous system has reset.
Resting heart rate stabilises. Track morning resting heart rate across the off-season. It should drop during the break, stabilise during the cross-training phase, and sit 2-5 beats below your in-season baseline. If it is still elevated, something has not cleared — fatigue, illness, or life stress.
You have a plan built on your limiters. Not a generic twelve-week programme downloaded from the internet. A specific plan that addresses the specific weaknesses you identified in your limiter audit, structured around your target events for the coming season. An FTP test at this point gives you a current baseline — not a measure of where you should be, but a starting point for where you are after the transition. Build from there.
The typical timeline for a September finisher: break through the first two weeks of October, cross-training and strength focus through October into early November, unstructured riding through November, then structured training begins in early December or early January depending on when the first target event falls. For riders whose season runs later — cyclocross through December, for example — the entire timeline shifts forward accordingly.
One additional note on the return: the first structured week should not be a shock. Start with two or three sessions that include short efforts — 30-second to 2-minute accelerations within otherwise easy rides. These wake up the neuromuscular system, remind the legs what intensity feels like, and provide a bridge between unstructured riding and a full base training block. Jumping straight from six weeks of easy riding into a prescribed interval plan is the training equivalent of sprinting out of a starting block after sitting in a chair for an hour. The transition into structured training deserves its own transition.
What to Maintain and What to Let Go
Not everything earned during the season needs protecting over the off-season. Knowing which qualities to maintain and which to release is the difference between a productive transition and an anxious one.
Maintain: Basic aerobic fitness. This is the hardest quality to build and the slowest to decay. Easy riding, cross-training, and daily movement keep the aerobic engine ticking over without structured sessions. Mobility and range of motion — ten minutes of daily mobility work preserves what you have and prevents the postural stiffening that comes from months on the bike. Consistent sleep habits. Protein intake.
Let go: Race sharpness — the ability to respond to attacks, sprint from a group, or sustain threshold for extended periods. This is a peak quality that comes and goes quickly, and it returns within 4-6 weeks of structured training. Top-end power — your 5-second and 30-second numbers will drop. They rebuild fast once you start neuromuscular work. Race weight — as covered above, maintaining peak leanness year-round is counterproductive. Weekly TSS targets — stop tracking load for a while. The compulsion to hit numbers is itself a form of fatigue.
The qualities you maintain are the ones that take months to build. The qualities you release are the ones that take weeks. This asymmetry is the entire logic of the off-season. Protect the slow-build investments. Let the fast-build ones go, knowing they come back quickly when you need them.
The Off-Season as an Investment
Every rider who has been through a proper off-season — and I mean a real one, not a two-day break followed by Zwift racing — comes back with the same observation. The first structured block of the new season feels different. The legs respond faster. The motivation is higher. The intervals feel purposeful rather than obligatory. The fitness returns to baseline within weeks, and then it keeps going, past where the previous season ended, because the body is actually recovered enough to absorb new stimulus.
This is not anecdotal. It is the basic physiology of periodisation. Fitness is built through the systematic alternation of stress and recovery. The off-season is recovery at the macro scale — the same principle that makes rest weeks work, applied to the entire training year. Skip it and you begin each new season carrying fatigue from the last one, compounding over years until performance stagnates or injury intervenes.
The riders who are still improving at 45, 50, 55 — the ones setting age-group records and riding their best seasons a decade after they started — are almost always the ones who take the off-season seriously. Not as a break from training. As training in its own right.
